Developing Choiceless Awareness

In the previous post, I discussed three dimensions of awareness in meditation – the narrow, broad and “choiceless awareness”.   In this post, I want to focus on the latter form of awareness that, to some degree, requires foundational skills in narrow awareness or focused awareness.

Choiceless awareness is a recognised form of meditation that has developed over time to increase self-awareness and self-regulation.  For example, Tara Brach offers a free, guided meditation on choiceless awareness which incorporates the use of the mantra “OM“.

Choiceless awareness is not directed to a specific focus as in narrow awareness focused on breath or sounds; it is open to whatever enters your inner awareness.  You might become aware of bodily sensations – pain, tightness, tingling or warmth – in your arms, legs, back, shoulders, feet or chest.

You could become aware of your thoughts as they enter your mind and notice whether they relate to analysing, planning, critiquing, estimating, organising or summarising.  You could ascertain whether your thoughts relate to the past or the future – whether they are concerned with past situations/events or anticipated situations/events.  The main thing is not to entertain the thoughts but to let them pass you by, like bubbles floating to the surface and bursting.

You could become aware of your emotions generated by your thoughts or sensations and become conscious of anxiety, fear, joy, peace, disappointment, hope or any other positive or negative emotion.  You could name the emotion and acknowledge it, e.g. I am feeling sad, and then move your awareness to what else is happening for you.

With choiceless awareness, the focus shifts constantly, and this can become disorientating.  What is recommended if this happens is to turn to focused awareness of your breathing to ground yourself again.  This is why it is suggested that even with choiceless awareness, the starting point should be some form of focused/narrow awareness so that you can return to the grounding offered by the narrower form of meditation.

As we grow in mindfulness by engaging in different forms of meditation, including choiceless awareness, we can increase our self-awareness and self-regulation and be better able to manage situations that are stressful.

Three Dimensions of Awareness

In one of her many meditation podcasts, Diana Winston discusses three different dimensions of awareness and leads a meditation that explores each dimension.

Diana suggests that no one dimension is better than the others – each is appropriate for a particular time.  It is also possible and desirable to be able to move from one dimension of awareness to another – this may help when you are encountering the obstacle of restlessness or boredom in your meditation.  Sometimes, too, when you are tired you might find that an open, less exacting form of awareness is useful to help you to pay attention in the present moment with openness and curiosity.

  1. Narrow awareness – Diana likens this form of awareness to taking a photo with a telephoto lens where minute details are captured.  The image for this post by MabelAmber illustrates this focus – providing a close-up view of drops of water on the leaves of a plant.  Focusing on our breathing is an example of narrow awareness – and it can be hard work as we keep trying to return to our focus when our mind wanders, and thoughts interrupt the flow of our attention.
  2. Broad awareness – is like taking a panoramic picture of a landscape or seascape with a camera.  Here you are not focusing on detail but breadth and impact.  Open awareness is a good example of this as you are opening your awareness to multiple senses – sight, sounds, smells, taste and touch. Compared to narrow awareness, this can be a more restful meditation, like coasting on your bike after expending much effort peddling.
  3. Choiceless Awareness – as we are meditating, we can notice things happening in our awareness, e.g. change in our breathing, tension release in our body or strong emotions.  The nature of our awareness can shift over a single period of meditation.  We could begin with a narrow focus, open up to a broader focus by listening to the sounds that are coming to us from different directions and then attend to the emotions that those sounds elicit in us.  This ability to consciously shift the focus of our awareness can enhance our capacity to be present to whatever is occurring in our world.

As we grow in mindfulness through meditation practice that employs the different dimensions of awareness we can build the skill to be really present in the moment of practice as well as in future situations involving interactions with others or undertaking a challenging and stressful task.  The capacity to be in the moment with openness and curiosity stays with us as we engage in our daily activities at work or at home.

Caring through Mindfulness

Caring is integral to mindfulness – we pay attention in the moment with care and curiosity.  We can learn to care for others through  loving kindness meditation as well as learn to care for ourselves through self-compassion.

Diana Winston provides a meditation podcast on the subject of mindfulness and care and stresses the need to care for ourselves as well as for others.  She suggests that people often discount or devalue their inner experience or feelings and yet be consumed by care for others.

Diana asks an important question to enable us to be mindful about caring – her question is, “What or whom do you care for”.  For whom do you express care and concern – a son or daughter, partner, friend or people suffering adversity.  How wide is your circle of care and how deeply do you care?

These are challenging questions because they raise the issue of how often we express care and concern for others – how generous and expansive is our caring?  How many people do we let into our lives through concern, considerateness and thoughtfulness?

Caring through mindfulness

Caring can be the focus of our meditation once we have become grounded through placing our feet on the ground, adopting a restful position with our body (and especially our hands) and taking a few deep breaths.

Our concern and care of our body can then be expressed through a progressive body scan and relaxation of points of tension.  Focus on our breathing will assist us to pay attention to the theme of caring as mindful breathing steadies our mind and enables us to concentrate.

We can focus on an individual and express care for that person and tap into what it feels like to express this care – is the feeling one of warmth, love or genuine concern for their welfare?  How is this care manifested in our body?

We can also express appreciation for the fact that we do care for others and take the time to express that care in words and actions.  We can acknowledge that it is a gift to be able to be sensitive to others and their needs – to move beyond self-absorption to concern for others.

As we grow in mindfulness through caring meditation our circle of care and concern widens and deepens, and we are able to more readily extend care to ourselves.

What Is Your Unique Purpose in Life?

In the previous post on Finding Your True Purpose, I drew on the interview podcast by Stephen Cope.  In that post, I explored what Stephen refers to as the “four-stage path of action”.  The first stage, however, discerning your true purpose, is where people often become stuck and unable to move forward, for multiple reasons (including doubts).

Stephen suggests several ways to help you progress in deciding what is your unique purpose in life – what best utilises your knowledge, skills and personality for the greater good.  This can be a challenging task and may take some time to discern – it could involve immersing yourself in an area of interest to establish the needs that are present in that arena.  Research may precede action.

What is your unique purpose in life?

Some of Stephen’s suggestions may help with gaining clarity about your unique purpose.   He suggests that you can focus on three areas to gain further insight into any “unconscious obstacles”.

  1. What lights you up? – what in your life generates positive energy, captures your commitment or engages you over lengthy periods?  The way to access this is to write a list of things that light you up, without censoring the list.  Look for themes or connections amongst items on your list, and you may find a pointer to your unique purpose.
  2. What is your deepest duty right now? – you will have duties as an employee, friend, colleague, parent, citizen, partner.  What duty flowing from any of these roles is felt so deeply that if you do not fulfil it, “you will feel a profound sense of self-betrayal”?
  3. What personal challenges do you face? – do you have a health issue, relationship challenge, a problem involving your child or children or a workplace issue?  What do these challenges inspire you to do? It may mean helping others to show self-care or establishing a support group for parents who have lost a child or for people experiencing work stress.  Some people have established a foundation or committee to enable them to engage others in supporting them in their endeavours to do something for the common good.

Famous people such as Gandhi and Robert Frost found their unique purpose and proceeded  to develop what Stephen calls “unified action” – where you increase your focus on the area of interest and peel away anything that is not contributing to your unique  purpose.     Extraordinary people have achieved extraordinary outcomes but there are many more “ordinary people” who have excelled at what they do because they have realised a singular focus and a commitment to act in accord with that focus.

As we grow in mindfulness through meditation and reflection (particularly on our interests, our duties and our challenges), we can gain clarity about our unique purpose, find creative ways to fine tune our actions and increase the integration of that purpose into our daily lives.

Finding Your True Purpose

Tami Simon recently interviewed Stephen Cope, author of the book, The Great Work of Your Life: A Guide for the Journey to Your True Calling.  Stephen has also produced an eight-week course, Your True Calling, which is available online at Sounds True.

In the interview podcast, Stephen addressed the question, “How do I find my true calling and make a difference in the world?”  This question can be phrased in action terms, “How can I work out how to act in the world in line with my true purpose?”

At the outset, Stephen addresses the very real issue of what he calls, “doubt paralysis”.  We can be frozen in doubt, unable to take a step forward and uncertain that what we are doing is the right thing for us to do.  This can lead to “paralysed action” – where we are not taking up the numerous opportunities to move forward, but standing still.

Determining a path of action in line with your true purpose

Stephen draws on the famous book, Bhagavad Gita, to provide some guidelines on how to find your true calling and head off on an action path that aligns with it.  In the process, he discusses the “four-stage path of action” described in the Bhagavad Gita.  I discuss these four stages below in terms of discernment, alignment, release and elevation.

  1. Discernment – ascertaining your true purpose by identifying what is unique about you, your past life and experience and your special skills and talents.  An associated question is, “What are you uniquely equipped to do?”  The present stage of your life, your location and conditions in your external environment, can point the way for your unique contribution in the world.  Meditation practice can help you clarify your true purpose.
  2. Alignment – focusing all your energies on your identified life purpose.  Stephen calls this stage “unified action”.  It is about aligning all your activities behind your unique calling – letting go of some things you currently do and intensifying your commitment to others that are more aligned to what you want to contribute to the world.  Integration or unification of action brings with it a focus and concentration of effort which, in turn, attracts support and resources.  You begin to see things that can support your endeavours – things that you did not notice before.
  3. Release – Stephen describes this stage as “letting go of outcomes”.  This requires being free of specific goals and avoiding measuring yourself against them.  It entails not judging your success by whether or not you achieve specific outcomes.  Outcome focus can feed your doubts, particularly if you make a mistake at some point.  The release comes from letting go of fixation with outcomes and moving forward in line with your purpose.  Desired outcomes will be achieved if you realise alignment with your discerned purpose.
  4. Elevation – Stephen suggests that this stage involves turning everything over to the divine, however you define divinity.  If you are not spiritually orientated, it means finding a higher purpose beyond yourself and your activity that you can relate to.  This may mean linking into a individual or group that has a purpose aligned to yours but are taking action on a more global basis.

As you grow in mindfulness through different forms of meditation practice, you will gain clarity about your life’s purpose and attract support and resources to enable you to achieve alignment of your activities and release from the shackles of doubt and an outcome focus.

Developing Relational Mindfulness

Terry Real, in his podcast interview with Tami Simon of Sounds True, introduced the concept of “relational mindfulness”.  He described this as a skill that we can develop through meditation and reflection.  It entails being able to be in-the-moment in your interactions within your close relationships and to respond from your “adult prefrontal cortex”, while being conscious of the potential, automatic and harmful response of your wounded child.

Relational mindfulness requires recognising that your close relationship is your “biosphere” – it is integral to your ecology.  Terry suggests that “thinking relationally is synonymous with thinking ecologically”.  This, in turn, requires humility – recognition of the mutuality of the relationship, moving beyond the hurt of your wounded child and acknowledging your mistakes and the hurt of the other person.  It also entails being conscious enough to avoid triggering a negative response from the wounded child of the other person in the relationship.

It takes a lot of self-monitoring and self-management developed through meditation and reflection to achieve the requisite humility.  If you can develop self-regulation, you are better able to access your considered, adult response rather than be at the mercy of your compulsive wounded child.

Taking a break to recover and commit to the welfare of the relationship

If, however, despite your best efforts, you are flooded emotionally when you are triggered by the actions or words of your partner, you can withdraw from the interaction.  Terry suggests that the adult, considerate way to do this is to state three things:

  1. your need to take a break to deal with your own emotions around the issue under discussion
  2. your desire to re-engage in a reasonable time, e.g. in an hour
  3. your willingness to think about how the needs of both of you can be met.

It is critical to see the conflicted interaction not as an opportunity to win or prove your partner wrong, but as a chance to take care of your partner (as well as gain increased self-awareness).  Taking care of your partner may mean apologising (this is where humility helps) and asking what you can do to help your partner or to make good their “hurt”.  Accusations targeted at the other’s wounded child only inflame the situation.

As we grow in mindfulness through meditation and reflection we can develop relational mindfulness in our everyday interactions within our close relationships.   Meditation practice and reflection on our interactions will help us build a relational mindset and develop adult responses in situations that trigger our wounded child.  This relational mindfulness, then, will enrich and sustain our close relationships.

Getting in Touch with Your Wounded Child

Sounds True provides a wide range of mindfulness-related resources that can be viewed online.  These include podcast interviews with experts in mindfulness and online training courses including the audio learning series by Terry Real, Fierce Intimacy: Standing Up to One Another with Love.  The transcript for each free podcast interview is accessible online and the interview itself can be downloaded as an mp3.

Tami Simon, the founder of Sounds True, recently interviewed Terry Real, the author of a number of books including, The New Rules of Marriage: What You Need to Make Love Work.  In the podcast interview, Terry introduced one of his concepts which he called “the wounded child” – our automatic response when our sense of hurt is triggered.

As Terry pointed out, we all have a “wounded child” persona which is part of our make-up.   Our wounded child is easily triggered leading to reactive, thoughtless, compulsive, automatic responses that result from an emotional flooding that Terry describes as the “W-H-O-O-S-H, like a wave that overcomes you”.

The trigger that sets off your wounded child might be criticism, real or perceived.  You might have experienced criticism, blaming or accusations as a child from one of your parents.  This negative experience contributes to the development of your wounded child – in this case, identified as a sensitivity to criticism which leads to defensiveness on your part.  Even to this day as an adult, you may continue to experience criticism from a parent in relation to your clothes, your choice of a partner or your location, thus reinforcing your wounded child and related response.

We each have a wounded child that is easily triggered in a close relationship.  For me, “feeling abandoned” is my wounded child – I spent 18 months in an orphanage as a 3-4-year-old and 12 months in a boarding school, 100 kilometres from home, when in Grade 2.   These circumstances were beyond the control of my parents – my mother was seriously ill at the time and my father was overseas in Japan as part of the occupation forces.

Getting in touch with your wounded child

Through your meditation practices .you can become aware of your wounded child and how this persona is manifested in your emotions and behaviour in your close relationships.  You need to be able to reflect on what triggers you and how you respond.

In this regard, the SBNRR (stop, breathe, notice, reflect, respond) process may be helpful in-the-moment or subsequently when you reflect on what happened when you were triggered.

Michael Robotham, in his psychological thriller, The Secrets She Keeps, provides a perfect illustration of a wounded child in action (Meghan) and the response elicited from her husband, Jack (who was also operating from his wounded child persona).  Meghan describes the interaction:

Jack and I [Meghan] had a blazing row about money, which was merely the trigger.  It began when I reversed the car into a lamppost, denting the rear hatch-lid.  It was my fault.  I should have admitted my mistake, but I pushed back when Jack accused me of carelessness.  We fought… Jack has a similar stubborn streak, charging into every argument, wielding accusations like a bayonet.  Wounded I went low, almost begging him to overreact.  He did. (p. 47, emphasis added)

If both parties operate from their wounded child personas, the argument escalates, and the hurt is intensified.  One reaction leads to another, as the conflict deepens.  This is a lose-lose situation and the relationship itself suffers.

As we grow in mindfulness and reflection, we can become aware of our triggers, the nature of our wounded child and the responses we typically make to “what sets us off”.  Beyond self-awareness, is self-management and this requires another set of skills, including “relational mindfulness”, which I will discuss in the next post.

Overcoming the Obstacle of Doubt During Meditation

I have previously discussed a range of obstacles that can impact on our attempts at meditation – aversion, sleepiness, desire and restlessness. Today I want to concentrate on “doubt” as an obstacle or source of distraction during meditation.

Doubt is a common experience during meditation, particularly for people who are at the early stages of meditation practice.  We can doubt ourselves. whether we are doing it right or whether we are progressing at some ideal rate.  We can also doubt the process of meditation itself because we are so easily distracted, or we may not be experiencing the benefits that are claimed for meditation practice.

It is a common experience in learning any new skill, such as playing tennis, that we will have doubts and some confusion about what we are trying to learn.  It is also easy to give up when we are in the early stages because we are conscious of our incompetence.  Early on in meditation practice we are assailed with all kinds of obstacles and we can experience the strong temptation to give it away.  However, persistence pays in meditation as in other facets of our life.

We can find it really difficult to deal with the endless thoughts that assail us during meditation – the distraction of things to do, mistakes made, future pleasant events and related desire, impending difficulties or current challenges.  By letting these thoughts pass us by and returning to our focus, we are building our “meditation muscle” – our capacity to restore our focus no matter what the distraction or how often distractions occur.

With persistence in meditation we are able to bring our renewed level of self-awareness and self-management more and more into our daily lives – to overcome the challenges, tests of our patience and disturbances to our equanimity.

Overcoming doubt during meditation

Diana Winston, in her meditation podcast on managing doubt during meditation, provides us with some sound advice on ways to overcome these doubts as we meditate:

  • Accept the doubts – acknowledge the doubt as the reality of “what is” for you at the present moment. Focusing on the doubt and its manifestation in your body, enables you to name your feelings associated with the doubt and to “look it in the face”, rather than hide from it.
  • Don’t beat up on yourself – doubts assail everyone, particularly in the early stages of engaging in meditation practice.  The doubts themselves can lead to negative self-evaluation if you think you are the only one who has doubts.
  • Spend more time on being grounded during meditation – this process can take us out of our doubts and ground us more fully in the present moment.  Diana suggests, for example, spending more time on scanning your body for tension and letting go to soften the muscles in your abdomen, shoulders, back or neck.  Another suggestion she makes is to focus on the sounds around you – listening to them without judgement as to whether you like them or not, just focusing on the sound itself.
  • Remind yourself of your motivation in doing meditation – are you practising meditation to gain self-control, improved concentration, calmness in the face of stress, improved resilience in dealing with difficult situations or general wellness? If you can focus in on your motivation, you will be better able to sustain your meditation practice.  Learning any new skill takes time and practice and a sustained vision of the end goal.

As we grow in mindfulness, we can overcome doubts that serve as obstacles to our progress.  We can avoid the self-defeating cycle of indulging our doubts – our indulged doubts impact the effectiveness of our meditation which, in turn, increases our doubts about the value of meditation for us when we are already time-poor.

Overcoming the Obstacle of Restlessness During Meditation

In today’s post I continue to explore the theme of obstacles to meditation introduced by Diana Winston.  I have previously explored obstacles such as sleepiness, desire and aversion.  Here I want to focus on restlessness as a universally experienced obstacle to meditation.

Diana, in introducing restlessness as an obstacle in her meditation podcast, makes the point at the outset that “obstacles” can be viewed as part and parcel of our human experience rather than problems to be solved.  By reframing obstacles as integral to life experience and what we encounter in meditation, we can more readily face them with a positive, encouraging mind and avoid criticising our self because they arise.

Restlessness is a natural human condition as our minds are conditioned to scan our environment for threats or impending challenges.  Our amygdala, our fight/flight response centre, keeps us on the alert for anything that may stress or harm us.  So, our mind tends to wander from one thing to another scanning our internal and external environment.

Overcoming the obstacle of restlessness during meditation

Diana explains in her podcast that there are at least three possible ways to gain control over restlessness during meditation – (1) more precise focus, (2) wider awareness, and (3) paying attention to the experience of restlessness itself.

  1. Becoming more precise – for example, if your focus is on your breathing, then being more precise involves focusing more closely on the experience of breathing.  This entails observing not only the in-breath and out-breath but the space between.  It can also involve moving awareness to different parts of the body where you experience your breathing – your nose, chest, abdomen.
  2. Developing a wider awareness – make your focus more expansive by taking in the sounds around you, being conscious of your posture and its effect on your meditation, shifting your posture to change your focus, noticing where your mind is going to, e.g. today’s activities, future pleasurable activities, desires and wants.
  3. Focus in on the experience of restlessness and its bodily manifestation – shifting position frequently, wanting to get up from the meditation, feeling tense in the shoulders or back.  This focus involves being with what is at the present moment.

As we grow in mindfulness through meditation practice we can learn ways to overcome obstacles such as restlessness, desire and sleepiness.

Overcoming Aversion as a Barrier to Meditation

One of the weekly MARC meditation podcasts addresses the issue of overcoming aversion as a barrier to meditation.  Aversion is the last of five obstacles to meditation covered by Diana Winston in a series of meditations aimed to remove the barriers that stop us meditating or divert our attention during meditation.  In a previous post, for example, we discussed ‘desire‘ as one of these obstacles.

Diana points out that aversion may arise through boredom with the practice of meditation, resentment of the time that needs to be set aside to maintain daily meditation practice, or residual negative feelings from something in our lives.  These feelings may be anger over a job loss, frustration about not making progress with a project or residual feelings from conflict with someone at work or at home.   These negative feelings can result in our feeling reluctant to even start our meditation.

Diana suggests that the feeling itself – whether boredom, anger, resentment or frustration – is the starting point.  Just noticing what we are feeling, acknowledging it and understanding how it has arisen, can be the focus of our meditation.  We do not need to focus elsewhere or be tied to a routine or prescribed topic.  It’s enough to deal with ‘what is’ – what we are thinking and feeling in the moment.

What is important though is to treat ourselves with loving kindness – not beating up on ourselves for a lack of interest at the time or the presence of negative residual feelings.  A way to negate this negative self-evaluation is to engage in a further meditation focused on loving kindness towards our self.

Loving kindness meditation in the event of aversion to meditation practice

Loving kindness meditation can focus on our self and/or others – these can also be combined.  When using the loving kindness approach, it is recommended to start with loving kindness towards others and to use the resultant experience of ‘warmth’ to turn the focus onto yourself.

Having first become grounded, the meditation begins with a focus on someone you admire or love.   After imagining the person of your choice, the meditation begins with wishing them wellness, e.g. “May you experience strength, health and happiness.”

This then flows onto loving kindness meditation towards yourself.  Here, you extend to yourself similar wellness wishes and avoid any judgmental thoughts that could diminish your self-esteem.  The reality is that even experienced meditators encounter obstacles to their meditation practice, including aversion.

As we grow in mindfulness through meditation, we can learn to handle whatever comes our way, including obstacles such as aversion.  Loving kindness meditation extended to others and to our self, can free us from negative self-evaluation in the event of experiencing a meditation obstacle.
