Mindfulness as Self-Observation

Brian Shiers suggests that underpinning mindfulness is self-observation, the foundation of self-awareness.  This means, in effect, that there is no one right way to meditate – that paying attention to and noticing ourselves, in whatever way, is essentially mindfulness.  While there is a tendency for people new to meditation to judge themselves against a presumed standard, the experience they are having in self-observation is what mindfulness is about, not some prescribed level of awareness.  Mindfulness practices are designed to stimulate this curiosity about oneself in an open, exploratory way.  Tara Brach describes this lifelong journey as “waking up” – a deep shift in inner awareness that leads to equanimity and increased empathy and compassion.

In a recent guided meditation podcast, Brian asked the question, “What is “Myself”? and he encouraged participants to activate their “observational mind” in a relaxed manner.  He maintained that the fundamental question, “What is the “self”? is both an ancient and a recent question (through the pursuit of neuroscience).

Is the “self” my body, my thoughts, my roles I undertake, my affiliations, my emotions or my mind?  Brian sited the work of Dan Siegel, a founder of the Mindful Awareness Research Centre (MARC), who believes that the “self” is not only what we are born with, but also the cumulation of billions of impressions that we are exposed to through interactions with others – thus shaping our perceptions and responses.  Dan’s perspective reinforces the uniqueness of our “self”.  Brian suggests, then, that the self is “intertwined in inter- relationships” – the direct and indirect influence of others throughout our lives.

Researchers have yet to establish what the “mind” is, even with the advent of neuroscience.   Brain stated that neuroscientists at Stanford University have estimated that we generate between 65,000 and 90,000 thoughts per day.  We are reminded of the admonition of Jon Kabat-Zinn that “you are not your thoughts”, thoughts that come and go like bubbles in boiling water.  Brain suggests that the “enterprise of mindfulness” is “self-observation”, including bringing to conscious awareness and guidance, the unconscious, spontaneously occurring thoughts that pervade our minds.  So, from Brian’s perspective, mindfulness is the pursuit of self-awareness through observation of the various domains of our existence, including our bodies and our minds.

A process of self-observation

Brian’s guided meditation podcast takes you on a journey of paying attention to your “self” through a process of self-observation of body and mind – noticing your body on the chair, engaging in mindful breathing, noticing your thoughts (but not entertaining them), undertaking a body scan while releasing tension, and participating in a reflection.

The personal reflection involves identifying a positive trait in yourself, e.g. wisdom. loving kindness, gratitude, thoughtfulness or resilience; and exploring how it manifests, its impact on others and how you could further develop this trait. Brian offers some guided questions for the reflection:

  • What is happening when you exhibit this trait? (you can visualise it happening)
  • What impact does it have on others?
  • Who is a role model for you in respect of this trait?
  • Who could help you develop it?
  • How can you further develop this positive trait?

As we grow in mindfulness through self -observation during the process of meditation, we can better understand who we are, how we experience the world, and what we bring to our interactions with others. We can also identify strategies to strengthen our positive traits and increase our motivation to use them to create a better life for ourselves and others.

Doing That Meaningful Work You Have Been Avoiding

Leo Babauta, creator of the blog Zen Habits, reminds us that we each invariably have one meaningful task, endeavour or initiative that we keep putting off.  We find excuses, maintain our busyness, visit the fridge, go out for coffee or adopt any number of tactics to avoid facing up to the challenge of doing the one meaningful thing that we know we ought to do.  Leo describes this process of procrastination as our “habituated avoidance.”

What meaningful work are you avoiding?

Your avoidance may relate to developing a solution to a seemingly intractable problem; doing that significant blog post about a controversial topic; engaging with a particular ethnic group; volunteering your services to a charity; offering a special service to a group in need; joining a Men’s Shed; or undertaking any other meaningful work. 

Factors that could contribute to your habituated avoidance of the meaningful work can be many and varied, e.g. the work takes you out of your comfort zone; there is a chance you could be embarrassed; you may “fail” in what you are setting out to do; it could require significant courage to undertake the work; you could be perceived to be an “upstart”; or you might be challenged because you lack specific professional qualifications.

One of the things that I have been putting off that would fall into this category of meaningful work is the development and conduct of guided meditations via an online conference platform.  The reality is that through this blog (with over 350 posts) and its numerous hyperlinks to resources, I have what I need to create these guided meditations.  I also have experience conducting online conferences and have access to an online conference platform.  But what is stopping me from developing these valuable events?  I know that part of the reason is my uncertainty about the reliability of the online conference platform (or is this just an excuse?).  I find that even in the downtime between meetings with clients, planning training activities, facilitating workshops and writing this blog, I do not embrace the challenge of creating these online guided meditations – even when I have surplus time in my life.  To me, an important first step is to revisit the reason why the avoided “work” is significant or meaningful.

Revisiting your intention

Why is the work/task/endeavour meaningful?  What group or individual (family member, friend or work colleague) will benefit from your undertaking this work?  What are their needs that you can meet or partially address? In what way would your activity make a difference or improve the quality of their life? 

For example, The process of online guided meditations would enable me to help people who are experiencing anxiety or depression, mental health conditions that have reached epidemic proportions.  It would provide a way for them to connect with other people, use mindfulness to address some aspect of their adverse mental health condition, become aware of resources and support that are available to them and learn techniques and mindfulness practices that they can use outside the guided meditation experience.

Revisiting your intention in doing the meaningful work is important to tap into the motivation and energy needed to take the necessary steps to make that meaningful endeavour happen.  Spending time meditating on this intention can help to energise you to take action – and overcome the internal objections, self-doubts and excuses for inaction.  Leo offers three easy ways to translate this intention into action.

A simple Three-Step Method for getting your meaningful work done

Leo offers a 3-step method that is simple, time efficient and workable (he uses it himself with great effect! – you don’t create a blog with 2 million readers without successfully pushing through the inertia or the procrastination barrier).

  1. Create a space (a brief period that you can free up) – Leo suggests that this can even be 15 minutes, but it  is important to start now (or very soon so you don’t put it off).
  2. Meditate on meaning and feelings – tap back into your intention and what gives the planned work meaning or significance.  Having captured this meaning in your mind, do a body scan to tap into any fear, resistance, tension, anxiety or worry that you may be experiencing as the meaningful work comes clearer into focus – in the process release the tightness, pain or soreness.  Then really focus your attention on the people you will be helping – tap into your feelings, sense of loving-kindness, towards them (and experience your own positive emotions that accompany compassionate action).
  3. Do the smallest next step – do something that will progress your meaningful work, no matter how small it seems to you.  Translating intention into action, however small, sets your momentum in the right direction.  Small actions build to larger steps which, in turn, increase energy; provide reinforcement; develop motivation; and offer personal reward.

As you adopt these techniques for advancing your meaningful work, you will grow in mindfulness (internal and external awareness) and build your capacity to pursue creative endeavours to make a real difference for individuals or a group.  The insights gained will help you overcome inertia in relation to other things that you need to get done and the experience of overcoming procrastination in relation to your meaningful work, will flow into other arenas of your life.

Our Past is in Our Present

Dr. Matthew Brensilver, a teacher at MARC UCLA, focuses on the relationship between mindfulness and mental health.  In his guided meditation on The Present is Made of Our Past, he explores the connection between the present and the past.  When we are present, we are not absorbed by the past or anxiously anticipating the future.  Matthew points out, however, that “in some sense, the present is composed of nothing but the past”.  This is a challenging idea for those of us who have been exposed to the unerring emphasis on being present.

Expressing the past in the present

In this present moment, you are giving expression to everything you experienced in the past – the habits you developed over time, the conditioning you experienced in different aspects of your life and the momentum (in career, life & relationships) that you have achieved.  So, the present is composed of these many elements.  In Matthew’s perspective, the present can be viewed as “making peace with the past” – combining gratitude with loving-kindness.

The past is present through your memories (not only of events or situations but also of the emotions involved at the time).  It is also present in what Matthew describes as “habit energies” – your habituated way of doing things, of relating and responding.  The past is present in your thoughts and feelings that arise from different stimuli – patterned as they are on previous experiences, responses and outcomes for yourself and others.

Your habits can be good for you or harmful.  Mindfulness enables you to appreciate your good habits and the benefits that accrue to you and others when you act out these habits.  Mindfulness also makes you aware of unhealthy habits that condition you to respond in ways that have a deleterious effect on you and others.  You become more aware of the existence of these habits, their origins, the strength of their hold on you and their harmful effects. Over time, your mindfulness practice can release you from the hold of these habits and assist you to transform yourself.  For example, you can develop the ability of reflective listening where before you constantly interrupted others and failed to actively listen to what they had to say.

As we grow in mindfulness, we can better integrate our past with our present, understand the influences shaping our responses, improve our self-regulation and bring an enlightened sense of gratitude to others and loving-kindness to ourselves and our everyday experience.

Meditation for Working with Difficult Feelings and Pain

Diana Winston offers a meditation for Working With Difficulties that is brief, focused and eminently practical.  The seven-minute meditation is provided by her through the UCLA Mindful Awareness Research Center (MARC).  Diana is Director of Mindfulness Education at MARC.  She is also the author of the recently published book,  The Little Book of Being.  Diana’s guided meditation on dealing with difficulties provides a relaxing image as she takes you through the steps of the meditation process.

Guided meditation for working with difficulties

The guided meditation has several basic steps that involve alternating between an experience of peace and restfulness and the disturbing sensations associated with difficulties.  The steps are detailed below:

  1. Adopt a comfortable position and become grounded through your breath, either by taking several deep breaths or just by tuning into your natural breathing pattern without trying to control its pace.
  2. Now find somewhere in your body that feels pleasant and restful – your fingers, hands, feet or ankles.  Touching your fingers together can be a very useful way to bring positive energy to your practice and provide an ongoing anchor for you.  As you get in touch with a pleasant part of your body, notice the sensations, the energetic flow, the warmth and comfort that surrounds you.  Luxuriate in the pleasure of this bodily awareness of positivity.  This step is important for you to be able to address your difficulty.
  3. This is the step that is really difficult – dealing directly with your difficult emotion(s) or bodily pain.  Now you need to face up to what is happening for you.  You might experience your difficulty as a pain in your shoulders, neck, back or somewhere else in your body.  If so, feel the tension or tightness and try to let go or soften your muscles in that area.  You might have to name the feelings you are experiencing to be able to tap into their bodily manifestations.  It is important to capture the difficult feelings along with their bodily expression or you will not be able to gain a degree of release as you progress the meditation.  However, it is equally important that you don’t “beat yourself up” if you can’t immediately tap into the feelings or painful sensations.  With practice, you will be able to see, and feel, through the veil that you use to cover these unpleasant experiences.
  4. Once again revisit the part of your body that provides you with a pleasant feeling and/or sensation (Step 2).
  5. Repeat step 3 – facing up to your difficulty both emotionally and physically. With these repeated steps, you may experience a lessening of your difficulty – it may be shrinking in size or power or visual representation (e.g. no longer a disturbing menace that takes your breath away or spasmic pain that makes you uptight or rigid).  Alternatively, you may experience your difficulty more intensely in the initial stages as you move past denial to acknowledgement and acceptance. Sometimes, it takes a while for us to accept that we are experiencing such strong, negative feelings.  You may also be used to ignoring bodily tension over a long period.   It is critical at this stage to treat yourself with loving kindness – rejecting any harsh judgment of yourself. 
  6. You can repeat these steps in one meditation session, dropping in and out of pleasant sensations.  If the difficulty is hard to shift in intensity, you may find it useful to repeat the meditation over several days or daily.  As you progress with this form of meditation, you will be able eventually to just give your difficulty “a sideways glance”, not becoming overwhelmed by its intensity or tenacity.

As we grow in mindfulness through meditation, our awareness of our difficulties expands as well as our understanding of how these difficult emotions or physical pain are experienced in our body.  This guided meditation for dealing with difficulties encourages us to move in and out of our discomfort to give us an emotional and physical break and to lessen the hold that the difficulty has over us.  With time, the impact of the difficulty will lessen, and we will be better able to deal with the stress involved.

A Reflection: Seeing Our Self in Our Children

In our leadership/management development workshops, my colleague and I often have participants identify what their staff say or do that annoys them. Then we ask them to think about what they say and do that would annoy their boss. They are frequently surprised that their staff’s words and actions often reflect their own annoying habits. They are surprised too that this process of using their staff as a mirror opens up the possibility of their being honest with themselves. So too, we can use our children as a mirror into our own behaviour.

Seeing our self in our children

When we look at our son or daughter, we might acknowledge that they regularly withhold information or only provide information that puts them in a good light – and we might think of them as deceitful. They might regularly lie to us or mislead us – and we might think of them as dishonest. They might never clean their room or leave things lying around the house for us to trip over – and we might think of them as thoughtless. They might throw tantrums or angry fits when they don’t get their way – we might think of them as manipulative. They might be self-absorbed, ignoring your needs at any point in time – we might think of them as inconsiderate. They might carry grudges or disappointment for a very long time – we might think of them as resentful. They might accuse us of something they do themselves – we might think of them as incongruous.

Whatever negative characteristics we attribute to our children can serve as a mirror into our own words and behaviour – as reflecting who we really are. Often our self-reflection is full of “shoulds” and self-deception as we hide our real self behind a mask. Again, we may judge others by their actions and ourselves by our intentions, rather than by what we say and do.

It is a revealing and challenging reflection to apply the negative attributes that we ascribe to our children to our own self. We could ask our self for instance, “In what way do my words and behaviour in my relationships show that I am deceitful, dishonest, thoughtless, manipulative, inconsiderate, resentful or incongruous?” The adjectives themselves carry such negative connotations that we are reluctant to ascribe them to ourselves, yet we might ascribe them to our children. Facing up to the reality of ourselves as both meeting our own expectations and falling short is very challenging – but it is the road to an open heart and all the happiness and effectiveness that this portends.

Extending the reflectionlooking deeper into the mirror

It is challenging enough to acknowledge our own negative attributes; it is even more challenging to extend the reflection to look at how our words and actions impact or shape the words and behaviour of our children. We can readily deny that we have influence, either directly or indirectly, on what they say or do, but we are part of their learning environment – an influential force in shaping their character for life. Owning up to this impact takes considerable courage, insight and self-awareness.

However, whatever negative traits we attribute to our self through this reflective exercise does not define who we are – we are much more than the sum of these negative attributes. We have to move beyond the shame we feel (with the self-realisation from this reflection), to the genuine exploration of our inner depth and extend self-forgiveness and loving kindness to our self as we move forward.

As we grow in mindfulness, through meditation and reflection on seeing our self in our children, we can progressively overcome our self-deception, develop inner awareness, build understanding and tolerance and develop an open heart. We need to nurture ourselves through self-forgiveness and loving kindness if we are going to be able to deal with the emerging self-awareness.

Overcoming Agitation – A Calming Meditation

It’s so easy to become agitated in this fast-paced and demanding world. The environment we live in with its constant changes – economic, social, financial, climate, legal, electronic and political – demand incessant adaption. We can become so easily agitated by our daily experiences – our expectations not being met, having an unproductive day, managing ever-increasing costs and bureaucracy, being caught in endless traffic, managing a teenager who is pushing the boundaries in the search for self-identity and independence. Any one of these, a combination of them or other sources of agitation, can lead us to feel overwhelmed and “stressed out of our minds”.

Mindfulness meditation can help bring calm and clarity to our daily existence and reduce the level of stress we experience when things do not seem to go our way or frustrate our best intentions. There are an endless range of meditations that can help here – ranging from gratitude meditations to open awareness. The Search Inside Yourself Leadership Institute (SIYLI) provides one such meditation designed to restore calm at a time when we are really agitated.

Overcoming agitation through a calming meditation

Rich Fernandez, CEO of SIYLI, provides a meditation podcast designed to focus attention and restore equilibrium and equanimity. The meditation employs what Rich calls “focused attention” – where the focus is on your breathing.

The 9-minute, focused attention meditation employs several steps:

  1. Making yourself comfortable in your chair, being conscious of your posture (releasing any tightness reflected in slouching)
  2. Notice your body’s sensations precipitated by your interaction with your external environment – the pressure of your body against the chair and your feet touching the ground.
  3. Bring your attention to your breathing, what Rich describes as the “circle of breathing” – the in-breath, pause and out-breath.
  4. Notice if your mind wanders from the focus on your breath and bring your attention back to your breath (the meditation develops the art of focused attention by training yourself to return to your focus).
  5. Treat yourself with loving kindness if you become distracted frequently – (scientific research informs us that we are normally distracted 50% of the time).
  6. Close the meditation with three deep breaths – this time controlling your breath (whereas in the earlier steps, you are just noticing your breathing, not attempting to control the process).

The focused attention meditation can be done anywhere, at any time. If you are really agitated before you start, you can extend the meditation, repeat it (at the time or sometime later) or supplement it with another form of meditation such as a body scan. Once again it is regular practice that develops the art of focused attention – maintaining your meditation practice is critical to restoring your equilibrium and equanimity. Without the calming effects of such a meditation, you can end up aggravating your situation by doing or saying something inappropriate.

As we grow in mindfulness through focused attention meditation, we can develop the capacity to calm ourselves when we become agitated. Regular practice of this meditation will enable us to restore our equilibrium and equanimity.

Bringing Intention to Your New Year Resolutions

Diana Winston offers a meditation podcast in which she provides a way to deepen intention when making New year resolutions. The meditation combines both reflection and goal setting and aims to replace the usual beginning-of-the -year wish list with a firm, focused intention on making a real change in your life.

Diana begins the meditation with a process for becoming grounded. In this meditation practice, she focuses first on a body scan that involves paying attention progressively to the points of contact of your body with the chair that you are sitting on and the floor you are touching with your feet. The body scan is followed by mindful breathing as a way to deepen your inner awareness – noticing your breathing, but not trying to control it. Diana suggests that the mindful breathing approach can be supplemented by paying attention to the sounds around you – without judgment or interpretation. Once you become anchored in either your breathing or through tuning into surrounding sounds, you can move onto the next stage of the meditation practice, reflection.

Reflecting on the past year

Diana proposes that a reflection on the past year should precede goal setting for the new year. The reflection has two parts – (1) what was good about the previous year and (2) what was not so good. In relation to the first – the good aspects – the idea is to focus on what brought you peace, joy or happiness. Here you can express gratitude for all that you experienced as good in your life.

In the second part, you can identify what was not so good in terms of what you did that impacted negatively on yourself or others. This begins the process of identifying what you want to change in your life. The not-so-good aspects may have resulted from not appreciating what was good in your life at the time or they may represent an unhealthy habit that has adverse effects on your life. Diana maintains that it is important at this stage of the meditation to treat yourself with loving kindness and not become absorbed in self-blame and self-denigration.

Bringing intention to your new year resolution

The final stage of the meditation practice is to focus on what you want to change in your life – choosing one thing that will have a significant effect on your life and those you interact with. Just building mindfulness through meditation practice itself impacts positively the people around you as you are better able to express loving kindness towards others and yourself.

The important point here is to focus on one thing or aspect of your behaviour that you want to change in your life. Too many resolutions dissipate energy and weaken intention. Focusing on one thing at a time builds intention and resolve.

Once you have a behavioural goal clearly in mind, a way to strengthen your intention is to envision what your life will be like when you achieve your behavioural goal – what will be happening differently?; what positive impacts will it have on your stress levels/ experience of equanimity?; and what will it mean for the quality of your relationships? The more you can focus on the envisioned positive outcomes, the stronger will be your intention and resolve to achieve your goal.

As we grow in mindfulness through meditation and developing our focused intention to create change in our lives, we can progressively remove the unhealthy habits that are negatively impacting our lives and those around us.

Loving Kindness Meditation Towards Others

In the previous post, I focused on loving kindness meditation for ourselves.  In this post, I will discuss extending loving kindness to others.  Often, though, these two approaches to loving kindness meditation are combined so that you can extend loving kindness to others and yourself in the one meditation.

Diana Winston, Director of Mindfulness Education at the Mindfulness Awareness Research Center (MARC) at the University of California, Los Angeles, provides an extended podcast for a loving kindness meditation that incorporates both approaches.  This is one of a series of weekly meditation podcasts provided by MARC.

Guidelines for a loving kindness meditation focused on others

Diana suggests that in the first place you need to approach the meditation with a sense of curiosity, openness to whatever arises and a willingness to be with “what is” – whatever that may be, positive or negative emotions.  She points out that whenever you try to cultivate a new meditation practice invariably obstacles will arise.  So, we need to be open and present to these potential blockages because they will increase our self-awareness and dealing with them will improve our self-management.

Preparation for this form of meditation requires that you adopt a comfortable position or yoga pose. As Jack Kornfield reminds us, it is very difficult to extend loving kindness to others when you have a sore back because of a lack of back support.

Being grounded at the outset is important as with other forms of meditation.  If you are sitting on a chair, this involves initially ensuring your feet are flat on the ground, you are sitting upright, your hands are in a comfortable position and you either close your eyes or look down to avoid distractions and centre your focus.  A couple of deep breaths, followed by mindful breathing, can help to clear your mind and relax your body.

Loving Kindness Meditation Process

Typically, you will focus on someone who you love or appreciate – your partner, family member, close friend or supportive colleague.  Ideally, it should be someone for whom you can readily develop kind thoughts and words of appreciation.

It is important to do two things – verbalise your kind thoughts and notice your bodily sensations.  Verbalising involves stating what you wish for the other person, e.g. strength, resilience, happiness, joy, peace or calmness.  It will help to envisage what you appreciate in the other person or what you love most about them, e.g. their generosity, sense of equity, courage, kindness to disadvantaged people, open heartedness, emotional support, balance or wisdom.

As you express kind thoughts in your meditation, you could notice your accompanying bodily sensations.  These will become more pronounced as you progress with your loving kindness meditation because you will start to experience feelings of wellness, peace and happiness.  These feelings can manifest in the slowing of your breath, a sense of calm or a slight vibration in your hands or feet as positive energy flows through you.

You can move onto other people who form part of your “field of love“.  As you extend loving kindness to different cohorts, others will come to mind and you can incorporate them in your focus.

The more difficult thing to do is to extend loving kindness to people you find difficult for one reason or another.  You soon learn what emotional blockages are getting in the road of your expressing positive feelings towards them.  Again, it is important to stay with these feelings and work through them.

What usually helps is incorporating loving kindness towards yourself.  This can be done by envisaging what someone in your “field of love” would extend to you.  It can also be strengthened by picturing a recent hug received from them – so that the positive emotions of feeling valued, appreciated and loved can be revisited.  Images, memories and sensations can heighten your positive feelings.

As you grow in mindfulness through loving kindness meditation, it will become easier and more natural to extend positive thoughts towards others.  Jack Kornfield and Jon Kabat-Zinn reminds us that we become what we pay attention to.

Loving Kindness Meditation Towards Our Self

In previous posts, I explored mindful self-compassion,  the challenges in extending compassion to yourself and the power of self-compassion to transform yourself.   I also discussed compassion meditation where we are extending compassion to others.

In these discussion about compassion, we focused on pain and suffering experienced by ourselves and/or others.  In contrast, in the loving kindness meditation, we are exploring what is good and lovable in ourselves and others.

Loving kindness meditation can focus on ourselves or others.  In this post, I will focus on extending loving kindness to ourselves; in a subsequent post, I will explore how to undertake loving kindness meditation towards others.

The basic approach to loving kindness meditation

Diana Winston describes loving kindness meditation as the explicit cultivation of “open heartedness”.  She explains that this is a natural human process and is not false or artificial.   Diana contrasts loving kindness meditation with basic mindfulness meditation in that in the latter, it is essential to stay in the moment, while in loving kindness meditation it is okay and important to be creative in exploring images and loving memories about ourselves or another.

Jack Kornfield, in the online Power of Awareness Course, suggests that there are three elements that traditionally form the framework for a loving kindness meditation:

  1. Intention to express loving kindness towards ourselves or someone else
  2. Envisaging love for oneself or for another
  3. Cultivating the art of loving kindness – developing our open heartedness.

The benefits of loving kindness are numerous and can impact every facet of our lives – our interpersonal relationships, our sense of presence and the way we view every living thing.  Loving kindness meditation towards our self can be difficult because our culture cultivates the opposite – a sense of unworthiness or negative self-evaluation.  Regular meditation practice can overcome these cultural barriers.

If we experience thoughts or feelings other than loving kindness towards ourselves, we can accept them and make them the focus of our meditation too.  When we name our unkind feelings, we can learn to tame them so that they do not prevent us from extending loving kindness towards our self.  Diana Winston suggests that, in this way, these obstacles can become a cleansing process to free ourselves for self-love.

The process of loving kindness meditation towards our self

Jack Kornfield suggests that after becoming grounded and focused on our breath, we can think of two people separately for whom we have an uncomplicated love and appreciation.   Once we have each person in focus, we can extend kind thoughts to each of them in turn  – wishing them health and wellbeing, hoping that they will be safe and strong, wanting them to be happy.

We can then envisage these people individually extending similar loving kindness towards our self.   We can imagine them saying similar words or expressing kind thoughts towards us – wishing for our happiness, wellness, safety and strength.   We can then rest in the warmth of love and appreciation – something that is often below our level of conscious awareness, but which we act on in our daily lives.

As we grow in mindfulness through loving kindness meditation towards ourselves, we make explicit what we know implicitly, silence the negative self-evaluations that otherwise persist in our thoughts and open ourselves to extending loving kindness to others.

Facing the Fear Within

We have explored the R.A.I.N. meditation process in a preliminary manner.  Now we will look at how R.A.I.N. can help us deal with those deep-seated fears that take control of us, reduce our capacity to live life fully and prevent us from showing others loving kindness.

The disabling effects of fear and anxiety

Jaak Panksepp, author of Affective Neuroscience, discovered that young rats who had played and frolicked together became totally inhibited when a piece of cat’s hair was introduced into their cage – creating an immediate fear response and disabling anxiety.  Jaak believed that in-depth insight into the behaviour of animals helped us to better understand human emotions.

Anna Steinhenge explored whether fear and the associated anxiety induced a similar inhibiting effect in humans.  She found that in competitive situations where people viewed the outcome with positive anticipation, they were readily able to access clear thinking and creativity; in contrast, where people were anxious about the outcome, their creativity and critical faculties were impeded, and they tended to engage in cheating or unethical behaviour to win.  One only has to look at the behaviour of the leadership group in the Australian Cricket team during the third test in South Africa to confirm this perspective – they were anxious that they could not win the third test, when the score was tied at one test each, so they engaged in ball tampering.

Recognise the fear

The first step is to recognise the fear for what it is – to face it fully, understand how it impacts our body and impedes our mind.  Avoiding facing the fear only makes it stronger and weakens our capacity to manage the fear and its disabling effects.

Kayakers, for example, have shown that when caught up in a whirlpool that is sucking them deeper into the water, they need to relax and go with the direction of the sucking force, rather than fighting the whirlpool which only saps their strength.  They need to go to the bottom of the whirlpool to survive.  So too with fear, we need to access the depths of the fear itself before we can be freed from its inhibiting effects.

Accepting the existence of fear

We need to accept that the fear is part of our life but learn how to gradually disassociate from it so that we are not identified with it.  Tara Brach tells the story of a woman suffering from PTSD who, while sitting on a park bench, envisaged her fear beside her while she continued to explore her connectedness to nature – to the birds, flowers and trees surrounding her.

Investigating our fear

Tara suggests that we explore the nature of our fear and even question what it is like, where it lies within us, how deep and dense it is.  She suggests that we explore our relationship with fear and determine what fear is expecting of us and how we want to relate to our fear.  We could question where fear resides in our body and how it manifests itself through pain and physical disturbance – headaches, muscle soreness, cramps, twitching or shaking.

Nurturing ourselves through fear

Trying to discount fear by purely rational processes will not remove the fear but only make it go underground, away from our consciousness.  We need to see the fear for what it is in all its manifestations but treat ourselves with kindness.  This may mean pulling away temporarily from facing our fear and its intensity to rebuild our resources and strengthen our resolve.  This is a gentle way to treat ourselves if we become overwhelmed when facing the depth of our fear.  After rebuilding our resources, we can resume the P.A.I.N. meditation process by again grounding our body and mind through mindful breathing.

Plumbing the depths

Tara Brach suggests that the P.A.I.N. meditation process can be employed to handle any deeply-felt, negative emotion such as grief, anguish or self-disgust, as well as fear.  In the course on the Power of Awareness, Tara discussed Leaning into Fear and highlighted the process of facing fear by quoting David Whyte’s poem, The Well of Grief, which also uses the analogy of “plumbing the depths”:

Those who will not slip beneath
the still surface on the well of grief,

turning down through its black water
to the place we cannot breathe,

will never know the source from which we drink,
the secret water, cold and clear,

nor find in the darkness glimmering,

     the small round coins,
thrown by those who wished for something else.

As we grow in mindfulness through the P.A.I.N. meditation process, we develop the courage to plumb the depths of our fear and enable ourselves to be free of its inhibitions and disabling effects.  This process of inner exploration will gradually unearth the depths of our internal resources and capacity to handle deeply-felt emotions such as fear and grief.
