Making a Difference by Spreading Kindness

Diana Winston from MARC, UCLA, offers a guided meditation podcast on “kindness” and she maintains that we can make a real difference in the world by spreading kindness at a time when there is so much local, national and international conflict.  Her loving kindness meditation cultivates mindfulness and a gratitude mindset for the practitioner and helps to diffuse anger and unkindness in the world.  We know from experience that if we extend a smile or thoughtfulness to another person, it is often reciprocated, just as abruptness and rudeness stimulates a reciprocal response.  Kindness is contagious and has a momentum of its own that leads to diffusion.

Diana reminds us that mindfulness involves being open and curious while accepting what is.  Openness extends to being thoughtful towards people we find “difficult” or who constantly annoy us.  Diana asserts, with conviction, that kindness is a natural property of the heart that we extend to others and also our pets.  Kindness in her words is “the desire for another person t be happy” and has a mental, emotional and behavioural aspect.  Mentally, it involves thinking kind thoughts and positive wishes for others; emotionally, it entails feeling kindly towards others and appreciating their uniqueness; and behaviourally, it means engaging in “acts of kindness”. 

Diana’s guided meditation focuses on “radiating loving kindness” through our thoughts and emotions and involves creative visualisation, the use of imagery.  She argues that kindness is inherent in mindfulness practice because it involves being willing to show up, to accept what is (including individual differences) and acknowledge connectedness to everybody and everything.  In her experience, not everyone will warm to this form of meditation as it involves visualising a “lake of kindness” .  However, for people who are not particularly visual, she offers the suggestion to focus on the positive thoughts and emotions behind the process. 

Guided meditation

Diana begins the meditation in the usual way encouraging us to adopt a relaxed and comfortable posture and to take a number of deep breaths to enable us to relax and focus on the mindfulness activity.  One of the aims of mindfulness mediation is to really focus on the present moment, avoiding obsessing about the past or becoming preoccupied with planning future activity (my main source of distraction!).  Diana moves onto encouraging us to focus on our own breathing in an accepting, non-controlling way. She suggests that our focus can be on the up and down movement of our abdomen or chest or the in and out flow of air through our nose.  She follows this activity with a focus on the sounds in the room or external environment, again just being open to what is sounding not trying to identify the source or interpret the meaning.   Diana suggests that if we become distracted (everyone does, even the mindfulness experts like Diana), we can re-focus on one of the anchors mentioned, e.g. our breathing or sounds.

Diana begins the visualisation process after about five minutes of silent meditation.  She encourages us to visualise walking with a companion (someone we admire or a close friend) beside a scintillating blue lake, whose radiance touches everything around it.  She calls this the “lake of kindness”.  After a short while, we enter the inviting waters with our companion, experiencing sensations of gentleness, warmth and immersiveness of the “kindness waters” – sensations that elicit feelings associated with kindness.  Now, we imagine our friends, who are on the bank of the lake, joining us in the water so that they too are immersed in kindness as the lake expands through displacement.

The challenging part of the guided meditation is envisaging other people, who we are not positive about, joining us in the “lake of kindness” – dissolving to some extent our reticence to be with them and encouraging us to extend kindness to them.  We are then all enveloped in the “kindness waters”.   We can then envisage the kindness waters moving into the ocean; up the rivers of villages, towns and cities; and extending to all the waterways of the world thus “suffusing the world with kindness”.

Reflection

Kindness is natural but we become absorbed in our thoughts, negative emotions, stereotypes and sense of superiority – thus precluding us from radiating warmth and kindness to others.  It behoves us to reflect on times when we have omitted to show kindness and to consciously undertake acts of kindness, such as sharing a meal with someone who usually eats alone.  We can genuinely make a difference in the lives of individuals and everyone we come in contact with, if we approach them with kindness in our heart, even through the simple act of smiling or sharing a book.

As we grow in mindfulness and kindness through loving kindness meditation, we can make a real difference in our own lives and spread kindness in the world.  For example, you often see people who have been given the opportunity to enter a line of traffic, extend this kindness to someone else further along the road.

Mindfulness meditations help us to reflect on our words and actions and their impact and reminds us that we are all connected as we share the fragility and vulnerability of the human condition.  It is a useful practice to reflect at the end of each day and think about our “acts of kindness” as well as when we overlooked an opportunity to be kind to someone.

Integrating Kindness with Mindfulness Meditation

In a recent guided meditation podcast, Radiating Kindness Practice, Diana Winston reinforced the view that kindness is integral to mindfulness – kindness to ourselves and others.  She maintained that being kinder to ourselves (e.g. overcoming negative self-evaluation) and to others (loving kindness towards both people we love and those we dislike), is embedded in meditation.  In the guided meditation, she integrates kindness with the meditation process by incorporating three different loving kindness practices that she describes as:

  1. “Dry loving kindness”
  2. “Wet loving Kindness”
  3. “Radiating loving kindness”

At the start of the meditation, Diana encourages us to adopt a comfortable position that will aid relaxed breathing and assist us to express kindness to ourselves and others.  She begins with taking slow breaths before engaging in a brief body scan to identify points of tension or tightness.  After encouraging us to release the tension/tightness by softening the point in our body, she moves onto undertaking the different kindness practices in the order indicated above.

Dry loving kindness

Diana explains that the idea behind dry loving kindness is repetition of words that supplant any negative thoughts.  The idea is to stop ourselves from engaging in unflattering comparisons, negative self-evaluations, caustic critiques or cycles of worry and anxiety.  The concept is simple and is easy to undertake.  Basically, you can repeat words like, May I be happy, may you be happy, may we all be happy.  The approach adopts the intention to change our inner dialogue from negative to positive, from denigrating ourselves and others to empowering each of us through the repeated expression of kind thoughts.   Karen Drucker, in her song Gentle with Myself, expresses this form of loving kindness when she sings, I will be easy on myself, I will be kinder with my heart.

Wet loving kindness

Wet loving kindness”, in contrast to the previous approach, focuses on feelings rather than thoughts.  Thus it involves a systemic approach whereby we extend feelings of loving kindness towards people closest to us and then to others from those we love to those we may ignore or actually resent.  Reflection on resentment that we carry towards another person could be a useful prelude to this meditation to free us up to express understanding and kindness towards the person we resent.  Diana suggests a series of expressions that could be used as part of this wet loving kindness practice, such as:

May you be safe and protected

May you experience peace and contentment

May you feel strong and healthy

May you experience ease and equanimity.

Diana suggests that you substitute your own expression of kind feelings as you work from envisaging the people you love to others who may present a challenge to you.  She provides some ways of expressing kindness to others by way of example, not as a prescription.

Radiating loving kindness

The idea here is to radiate kindness beyond ourselves to the broader world.  In the guided meditation on radiating kindness, Diana begins with asking us to envisage a glow or sense of warmth emanating from our heart.  Initially, we can envisage it extending within our room – to the left, right, below and above. As we capture the essence of this approach, we can expand our vision to envisaging our heart’s glow/warmth filling our house (and household) and extending to our immediate neighbourhood and beyond.  I found it useful in this radiating kindness practice, to envisage wrapping people in Ukraine with warmth, care and kindness, embracing Ukrainian refugees as well.

Diana suggests that you can radiate kindness to areas of conflict, disease, natural disaster (e.g. floods, fire or hurricanes) or alternatively to individuals or groups who may be in need of kindness and thoughtfulness.  For example, I focused too on extending warmth and kindness to the relatives of the Australian soldier, known as “Ninja” who died fighting as a volunteer for Ukraine in the current war.  “Heart-focused breathing™” promoted in the online Heart Science Course could be a useful prelude to the radiating kindness practice as it helps us to recognise and appreciate the energy field that emanates from our heart.

Reflection

I have previously written about barriers to expressing loving kindness, including self-absorption, disconnection from the outside world, distorted view of “love” and inability to recognise that compassion requires external expression, even in the form of loving kindness meditation.  An additional barrier can be the inability to understand and value the intelligence and energy of the heart which has been demonstrated in research and documented in the Science of the Heart (free book).

As we grow in mindfulness through different loving kindness practices, we can become more open to the needs of others, better able to express gratitude and appreciation, more willing to take compassionate action, and more ready to accept things as they are for us.

Integrating Gratitude with Loving Kindness Meditation

Diana Winston, Director of Mindfulness Education at the Mindful Awareness Research Center (MARC) UCLA offered a guided meditation podcast integrating gratitude and loving kindness.  Her guided meditation, Extending Loving Kindness & Gratitude Practice, is designed to use the energy and warmth of gratitude practice to extend our loving kindness beyond ourselves to others in our life to whom we are truly grateful. 

Diana’s meditation is one of the weekly meditation podcasts offered by MARC with a view to helping participants grow in self-awareness, develop emotion regulation and attain an overall sense of wellbeing and ease.  The approach of the MARC meditations is to enable us to focus fully on  “present moment experience” while adopting an open and curious perspective and accepting “what is”.

Guided meditation incorporating gratitude and loving kindness

At the outset, Diana encourages us to adopt a comfortable position, whether sitting on a chair, lying down or adopting a cross-legged siting posture.  She makes the valid point that is difficult to extend loving kindness to others when we are not physically comfortable.  She suggests that we begin with a few deep breaths to ease some of the tension in our bodies and to ground us in the moment.  Associated with this is the encouragement to be with what is – to acknowledge and accept our mental state, our feelings of reluctance or enthusiasm for the meditation or our agitation about something external to the present moment.

The anchor for this meditation is initially focusing on something that we are really grateful for – whatever that might be in the physical, intellectual, emotional, relational  or financial realms of our lives.  Because so many of my friends and family lack physical mobility at the moment (owing to illness and/or aging), I focused with gratitude and appreciation on my ability to walk, run on a tennis court, and play tennis well.  I began to appreciate that I had been coached in tennis very well at an early age and that I now had a range of tennis strokes and strategies that I can use to really enjoy my social tennis.  I thought of how much playing tennis had become a positive, grounding part of my life through fixtures, competitions and social tennis groups (both intimate and broad).

The next phase of the meditation focuses on someone in our life we really appreciate – a partner, child, friend, colleague, mentor or anyone else who is a positive influence in our life and a source of joy.  I focused on my life partner of forty years and expressed appreciation for her sustained love, kindness and warmth;  her intellectual and problem-solving capacity; her generosity towards others in need; her courage and resilience in the face of difficult situations; her willingness and ability to listen for understanding; and her desire and ability to be a very strong support for our two adult children. 

Diana encourages us to allow the feelings of gratitude to flow through our body – to capture the embodiment of our appreciation in the moment.  These feelings can then energise our desire to express loving kindness towards our chosen person.  The loving kindness can be expressed in many ways but often includes a desire for the person to be protected and to be safe from harm of all kinds (both internal and external); to realise a state of happiness and contentment; to achieve improved physical and mental health; and to experience a deep and abiding send of ease (a rare occurrence in these challenging times). 

As we extend loving kindness to the person we have been focusing on, we can begin to imagine this loving kindness being reciprocated – we can envisage ourselves as the recipient of loving kindness being extending to us.  We might mentally revisit a recent experience where the person has shown love and warmth towards us (e.g. by placing their arms around us, holding hands or offering a hug of appreciation or empathy).   Again ,we can focus on our embodiment of these reciprocated feelings – how do they make us feel in our body in the present moment?  What is that the other person sees in us and what else should we be grateful for?

Diana asks us to think of another person to whom we are grateful and begin to identify what it is about them that we are grateful for.  It may be that they nurtured us in a time of challenge, came to our rescue when we were in need, or became the person to offer “a shoulder to cry on” when we were suffering and/or experiencing grief.  At this stage of the meditation, I thought of my colleague of 15 years.  I expressed appreciation for her wisdom and calmness; her flexibility and understanding; her courage and willingness to meet challenges head on; her work ethic and persistence; her active commitment to fairness and equity; her genuine care and concern for our clients; and her kindness and generosity to anyone in need (often at great personal expense).

The reflection made me realise how lucky I am to have such a colleague and to know that in any situation we encounter I can rely on her for her considered and apt response.  Diana suggests that after this experience of appreciation and gratitude, we again express loving kindness towards them in our own words as befit the individual involved.

The final stage of this guided meditation is to focus on people who might be suffering – experiencing chronic illness or fatigue, addiction, the COVID19 virus, or the extreme challenges of war/refugee experience. We can extend loving kindness to our chosen group of people – wishing that their suffering be alleviated; that amidst the pain they can have moments of peace; that they are able to meet their challenges with acceptance, resilience and courage; and that they are eventually free from their suffering so that they can experience wellness and ease.

Reflection

There will be times when we cannot feel loving kindness – particularly to those who have hurt us or whose words and actions are continually challenging.  In these situations, instead of indulging in self-denigrating thoughts and feelings, we can extend loving kindness to ourselves

We can also explore an internal form of compassionate curiosity – whereby we envisage what traumas a person with an addiction has experienced in their lives and what might be the messages they are giving themselves about their “worth”.  Gabor Maté explains this approach in his book, In the Realm of Hungry Ghosts: Close Encounters with Addiction.

As we grow in mindfulness, through gratitude and loving kindness mediation, we can begin to appreciate the many people and things we take for granted in our lives, grow in kindness towards others and ourself, and move beyond a self-referential and self-centred world to engage in compassionate action.  Loving kindness meditation helps us to appreciate what is good in others as well as in ourselves.

Managing Fear and Anxiety through Mindfulness Meditation

Diana Winston, Director of the Mindfulness Education Division in UCLA, provides a guided meditation podcast on the use of mindfulness to manage fear and anxiety.  She suggests that our fears can be real (e.g. a physical threat) or imagined (e.g. anxiety about some perceived future scenario which may never happen).  Fear is focused on perceptions about the present moment whereas anxiety tends to be longer term and related to imagined adverse futures in whatever form they may take.

We can be fearful about the risk of contracting the Coronavirus, COVID19, and experiencing the associated debilitating effects of this pandemic.  We might also be putting off our meaningful work because of unfounded rationalisations about what might go wrong.  We might have found that a generalised state of anxiety has disabled us and  that our fear response has blocked us from our creativity and capacity to perform at a competent level.  Our fear response can be manifested behaviourally as fight, flight or freeze.

In the guided meditation, Diana offers a four stage meditation process to address whatever form our fear or anxiety takes.  She maintains that a mindfulness approach can not only increase self-awareness and regulation of our emotions but also enable us to restore our centredness and strengthen our wellbeing and the associated ease.

The four-stage approach to managing fear and anxiety through mindfulness meditation

Diana’s four stage approach incorporates becoming physically grounded, exploring what is happening in the moment, accessing the “wisdom mind” and extending loving kindness towards yourself.  The processes in each of the four stages can be summarised as follows:

  • Stage 1 – This involves establishing a sense of physical groundedness by feeling your feet on the floor and experiencing the solidity, physical support and stability beneath you.  The associated feelings can be strengthened by picturing the solid earth beneath, no matter how much your are above ground level at the time of the meditation. ‘
  • Stage 2 – Here you are encouraged to face the fear in its various manifestations – bodily sensations, racing mind and unsettling feelings.  The core question is, What does fear feel like?  Do you experience increase heart rate, sweating, headache or a “clenched stomach”.  What thoughts are generating your fear and/or anxiety and what negative thoughts and worldview are you adopting?  What is happening for you emotionally, e.g. crying, withdrawing, being angry and/or aggressive or experiencing inertia?
  • Stage 3 – Once you achieve a degree of calmness, you can seek to access your “wisdom mind” which deserts you when you are in turmoil.  Mindfulness can provide a pathway to wisdom and open the door to our intuition and creativity.  Sharon Salzberg  maintains that meditation can stimulate our innate wisdom through recognition of agency, appreciating moments of joy and richness, identifying boundaries of control, strengthening our sense of connectedness (replacing a sense of aloneness) and assisting us to deal effectively with difficult thoughts and emotions.
  • Stage 4 – Here you are encouraged to tap into loving kindness towards yourself – providing understanding, a non-judgmental stance and reassurance. You can extend towards yourself the same thoughtfulness, forgiveness and generosity that you show towards others in need. 

Reflection

If we are anxious, we may need to explore a range of regular practices to restore balance in our life.   Judson Brewer, in his book Unwinding Anxiety, maintains that mindfulness does not stop anxious thoughts or change them but “changes our relationship to those thoughts and emotions”.  He offers a “mindfulness personality quiz” to help you identify your behavioural patterns and provides ways to “train your brain to heal your mind”.

Meditation and other mindfulness practices such as chanting help us to reframe our life and overcome adversity by developing insight and resilience.   As we grow in mindfulness, we can deepen our self-awareness, regain control over our thoughts and emotions and build the resilience required to live in these challenging times.

Guided Meditation to Develop the Awareness Muscle

Allyson Pimentel provided a guided meditation podcast through MARC UCLA titled, Begin Again – a process designed to develop concentration and build the “awareness muscle”.   This meditation builds increased awareness of the present moment because it requires us to pay attention as the meditation unfolds – in particular, noticing when our mind wanders away from our primary focus.  Allyson suggests that we need to be “curious about being curious” – that we approach the challenge of paying attention with openness, a sense of wonder, curiosity and exploration.

Allyson emphasises the point that our minds are designed to think, imagine, envision and dream.  It is natural for us to “wander off”, lose focus and entertain the “blur of the past” or the anticipation of the future.  She suggests that no matter what the level of our experience with meditation is, we can alternate between “wakefulness and sleepiness” – which can be interpreted both literally and metaphorically.  

Allyson reminds us that the meaning of the word “begin” is “to come into being”.  She suggests that we are so focused on “doing” that we lose sight of “being” – of appreciating and valuing our present moment experience.  Her guided meditation encourages wakefulness – being fully aware of the present moment and noticing when our attention wanders.   The process of continually returning to our focus – restoring our attention – builds our awareness muscle.  Developing this skill is particularly critical in the digital age which is becoming characterised by the “loss of attention, consciousness and awareness” through online marketing and the role of social media and social influencers.

One of the key things to be aware of during this meditation is the tendency to judge ourselves for our “failure to concentrate” or “stay in the moment”.  We can become critical of our performance, disappointed and angry with ourselves, and frustrated with our lack of progress.  Our current “performance culture” tends to cultivate this judgmental stance.  Allyson stresses the need for loving kindness towards ourselves to overcome these negative thoughts and assessments.

Guided meditation for developing the awareness muscle

Allyson’s guided meditation (which begins at 9 minutes, 20 seconds) has a number of stages that can be followed in sequence or changed to suit your situation:

  • Posture – after taking and releasing a few deep breaths, the aim is to adopt a posture that is conducive to wakefulness to the present moment.  This may entail closing your eyes (to avoid distraction) and adopting an upright posture (as Allyson suggests, as if a sturdy, straight, “big oak tree is behind your back”).  She maintains that this is a way to achieve an “embodied sense of wakefulness”, so that your body posture reflects what you are seeking to achieve in your meditation.  Noticing your posture throughout the meditation can enhance your wakefulness – and may require you to correct a slouch if that occurs.
  • Focus on sounds – one way to achieve an anchor focused on the present moment is to pay attention to sounds both internal and external to your room.  It is important to let the sounds come and go and not entertain them by trying to work out their source.  For some people, sounds themselves may be distracting and this step could be omitted.
  • Focus on breathing – here it is important to become conscious of your breathing – its strength, speed, evenness and regularity – without trying to control it.  As you drop into your breath, you can experience calmness, expansiveness and energy as you open to the life that is within you. 
  • Notice the “tone of your mind” – throughout the meditation you are encouraged to notice what is happening in your mind.  You might find yourself engaged in self-criticism for wandering off – a state that can be overcome by loving kindness and patience.  It also pays to remind yourself that having to “begin again” to re-focus, is progressively building your awareness muscle – which will enrich your life in all its spheres. No matter how many times you have to start over, you are building towards awareness and its inherent richness.

Reflection

This meditation can be challenging, especially in our early stages of adopting meditation practice or if we are feeling agitated about something that is happening to us or others who are close to us (or to others who we know are experiencing terror elsewhere).  The real benefits of this meditation can readily flow over into our daily life and help us to achieve calmness and equanimity in the face of life’s challenges.

 As we grow in mindfulness through meditation and beginning again when our minds wander, we can begin to discern patterns in our wandering – e.g., planning our day, preparing a shopping list, indulging resentment or stressing about possible, future challenges.  This increased self-awareness can help us to develop specific strategies to strengthen our capacity to concentrate and focus our energy.

Allyson suggests that we take to heart Carl Jung’s comment:

Who looks outside dreams; who looks inside awakes.

Managing Chronic Pain with Mindfulness

Christiane Wolf , MD, PhD, provided an encouraging meditation podcast on the topic of employing mindfulness to manage chronic pain and the mind’s activity that exacerbates our feelings of pain.  In her guided meditation, The Past and the Future Pain Story: Working with Pain in the Present Moment, shespoke of the role that rehashing the past and/or rehearsing the future plays in our experience of pain and offered ways to reduce the mind’s influence over our pain experience.   Christiane is the author of Outsmart Your Pain – Mindfulness and Self-Compassion to Help You Leave Chronic Pain Behind, and is a meditation teacher who offers audio meditations and mindfulness videos on her website. 

Guided meditation on mindfulness for managing chronic pain

Christiane begins her guided meditation with ensuring your posture is comfortable and well-grounded (whether in a chair, couch or on the ground).  To help with grounding, she suggests that you focus on the solid sensation of your feet on whatever surface you are on.  Closing your eyes for the sake of strengthening your focus on your meditation is offered as an optional extra.  Christiane recommends some bodily movement, such as turning your neck or rolling your shoulders, as a way to improve your comfort level when undertaking the meditation.

The next phase of the guided meditation entails focusing on your breath.  Here, Christiane encourages you to really feel your breath by both deepening and lengthening your breathing. An alternative to using the breath as an anchor is to focus on sounds around you or the sensation in your feet or your hands.  She maintains that a meditation anchor is based in the body and its senses to enable a focus other than being “lost in thought”.  It’s a place to return to whenever thinking distracts you from the primary focus of your meditation.

How the brain exacerbates our feelings of pain

Christiane points out that our brain has a major role in how we experience pain whether the pain derives from chronic physical pain or enduring uncomfortable feelings, emotions, or thoughts.  To build your awareness of the mind’s influence she suggests that firstly you explore the “past pain story” – what you are telling yourself about the origins of the pain (e.g., “outside my control”), how it was experienced in the past, or mistakes/poor decisions that led to your pain.  She argues that the mind through recalling the past pain is trying to protect you from its recurrence or to prevent the same mistakes/poor decisions that may have occurred in your past.  Sometimes the recollection of the previous intensity of the pain serves to strengthen your resolve to avoid the pain and/or the factors that contributed to it.

Once you have explored the past pain story, Christiane encourages you to explore the “future pain story” – what is it that you are anticipating will happen in the future as a result of your pain? (typically, we envisage the worst); how does your future story make you feel? (e.g., anxious, uncertain, fearful, resentful, or sad).   

Christiane argues that the past and future pain stories are like baggage that you carry around that increases the load of your pain and exacerbates your feelings of pain.  She uses imagery to help you reduce your pain – she suggests you view the past and future pain stories as a heavy suitcase, weighing you down.  Her recommendation is that you view yourself putting the suitcase (of stories) down on the ground so you are relieved of its added weight and can gain clarity about the nature of your pain and role of your brain in rehashing past pain or anticipating future pain.  It is important to reflect, at this stage, on what is left of your pain after the stories are removed or have been put away.

Widening the focus

Christiane recommends “widening the lens of your focus” at the end of the guided meditation.  This entails initially focusing on people you know who are experiencing suffering or pain and wishing them strength and healing.  She encourages  you to then expand your focus to include people anywhere in the world who are experiencing pain or grief as a result of the COVID19 pandemic, a natural disaster, or the collapse of a building as in Miami recently.   Her desire is that you extend loving kindness to these people.  

Reflection

Christiane’s approach enables us to “unpack” the thoughts and feelings that accompany chronic pain – she puts the spotlight on the role of the brain in creating past and future pain stories to enable us to lighten the load.  In the guided meditation, she suggests ways to lighten the load using mindfulness.  In her book she provides additional exercises, meditations, and reflections to enable us to effectively manage chronic pain and suffering.

She encourages us to explore our pain with openness and curiosity to better understand and manage it.  She suggests that we should not begin her mindfulness approach with a really difficult pain but ease into it gradually starting with some form of suffering that is not so complex or challenging.

When I followed the guided meditation, I decided to focus on the challenge I have with dermatitis and associated food intolerances.  I had suffered dermatitis over the whole of my body in 2017.  In recalling this event during the meditation,  I realised that my “past pain story” focused on the extreme discomfort of the condition and the disappointment of having to limit severely what I ate and drank during a visit to Northern Italy – no wine, coffees, pasta, desserts, etc.  However, my current experience of dermatitis is very limited compared to then but I do have a “future pain story” that anticipates what would happen if the inflammation blew out again.  I found the guided meditation lightened the load of the past feelings of disappointment and the anticipatory feelings of anxiety and fear. 

As we grow in mindfulness through meditation and reflection, we can understand our pain better and learn ways to manage our chronic condition.  We can also develop the strength to deal with the difficult emotions associated with chronic pain and suffering, including resentment.

A Meditation for Situational Anxiety

The meditation described here is one of many podcasts provided by the Mindful Awareness Research Center (MARC), UCLA.  The presenter is Diana Winston, Director of Mindfulness Education at MARC and author of The Little Book of Being: Practices and Guidance for Uncovering Your Natural Awareness.  In the book, Diana explains the nature of natural awareness and how to develop it.

Diana is the main presenter of the MARC meditation podcasts that cover a wide range of topics designed to build self-awareness, increase self-regulation, and enhance overall well-being.  Diana describes the weekly meditation sessions as an oasis in the midst of our turbulent and challenging times.  In the meditation podcast described in this blog post Diana focuses on the topic, Are You Anxious?  The meditation is particularly powerful for people dealing with situational anxiety, e.g., awaiting a medical diagnosis or preparing for a job interview.  

The meditation may not work for some people who are experiencing a continuous state of non-specific anxiety.  The work of Johann Hari, author of Lost Connections, may be useful here.  Also , people who have experienced childhood trauma may find the trauma-sensitive mindfulness approaches more in keeping with their present experience.

The mind-body connection in anxiety

When we experience the emotion of anxiety, we become conscious of the close mind-body connection involved.  Anxiety can be felt in the body in many ways, e.g., “butterflies in the stomach”, aches and pains in arms and/or legs, tightness in the chest or constriction or soreness of the throat.  Simultaneously, we will be experiencing negative thoughts such as imagining the worst possible scenario, questioning our ability to cope, recalling previous “failures” or envisaging a poor outcome.  The combination of thoughts and uncomfortable bodily sensations creates a vicious cycle with one reinforcing the other.

What compounds the difficulty of dealing with anxiety is that it has a bad name – it is considered a bad emotion.  Karla McLaren, author of Embracing Anxiety, suggests that anxiety is a necessary emotion within which lies the wisdom to identify and support constructive action to deal with our challenges, tasks, and expectations. She offers ways to access the “genius of anxiety” to channel the inherent energy towards constructive action (instead of repression or suppression of the feeling).

A guided meditation for situational anxiety

Diana’s podcast begins with a grounding exercise covering breath, bodily sensations, and sounds.  Grounding is particularly relevant to dealing with anxiety because, as Johann points out, this emotion often arises from a sense of disconnection.   In the meditation, Diana strongly encourages us to feel the support of the chair, the earth, and our immediate environment – an approach designed to alleviate feeling unsupported in facing the challenges of life and to reinforce a sense of connectedness.

The next phase of the meditation focuses on our uncomfortable bodily sensations – getting in touch with, and reconnecting to, our bodies. It involves noticing how our body is responding to the emotion of anxiety and progressively releasing any tension, tightness, or constriction through a proactive body scan.

Moving beyond bodily sensations, Diana encourages us to address our negative thoughts by drawing on our inner wisdom to ask a series of challenging questions – what Karla calls “conscious questioning”.  This approach taps into previous achievements, challenges unfounded assumptions and catastrophe thinking and seeks to identify one or more constructive steps that can be taken to reduce anxiety and progress the task, project, or other challenging endeavour.

Diana rounds off her guided meditation on situational anxiety by encouraging us to engage in a loving kindness meditation – extending kindness to ourselves and others, particularly to those who are also experiencing anxiety.

Reflection

I recently used this guided meditation to help me deal with a challenging situation.  I found the body scan enlightening in the sense of unearthing and dealing with the uncomfortable bodily sensations associated with my anxiety.  The “conscious questioning” was also very constructive.  As we grow in mindfulness through guided meditations, whether face-to-face or via a podcast, we can increase our self-awareness (especially in relation to how our body and mind work in unison), develop our self-regulation by reducing reactivity and increase our sense of well-being and the associated ease.

Forgiveness: A Reflection

In a previous post I discussed an important topic, Don’t Wait to Forgive, based on the book by Frank Ostaseski, The Five Invitations.  Forgiveness is something that we tend to put off because it is too self-revealing and painful.  Frank suggests that we have to face up to who we really are and not who we project ourselves to be.  We have to look in the mirror, not into an internally fabricated image that shows ourselves in the best possible light.  The honesty required is disarming and can be disturbing.   Experience and research suggest that some principles can help us along the way:

  • Be grounded and relaxed – Forgiveness is a difficult pursuit at the best of times.  However, if you are agitated or highly distracted, it is extremely difficult to focus on forgiving yourself or someone else.  The starting point is to become grounded and relaxed.  Grounding in the present moment can involve tapping into your breath, your bodily sensations or the sounds around you.  I find sometimes that sounds can themselves be distracting because I am always trying to interpret them.  I like using a particular body sensation as a means of grounding, e.g. the sensation of fingers on both hands touching.  I find that I can use this practice anywhere, whether waiting for something or someone, or beginning a meditation.  It can quickly induce relaxation and focus for me.  Each person will have their preferred approach to grounding and relaxation – for some people, it may involve a full body scan to identify and release tension.
  • Manage distractions – Distractions are a natural, human frailty – they pull us away from our focus.  However, they can be more persistent and intensive when we are trying to focus on forgiveness because of the level of discomfort that we may feel when dealing with our shame.   Having a “home” or anchor such as our breath can enable us to restore our focus.  Persistence in returning to our focus builds our “attention muscle” over time – a necessary strength if we are to progress in our goal of developing forgiveness.
  • Start small – Self-intimacy around our need for forgiveness (for the multiple ways in which we have hurt others) can be overwhelming if we take on too much at once.  When you think about it, our need for forgiveness can be pervasive – impacting every facet of our interactions in close relationships, with work colleagues or with strangers in the street or shops.  We can think of times when we have interrupted someone, ignored people, been harsh towards them or spoken ill of them.   There are times when we have taken out our frustration or anger on someone who is not the trigger for our difficult emotions.  We can begin by focusing on a small, recent incident where we have caused hurt or harm to someone and gradually build to more confronting issues, situations or emotions.  Mitra Manesh in her guided meditation podcast on forgiveness suggests that a simple way to start might be to bring a particular person to mind and mentally say, “For all the pain and suffering I may have caused you, I ask for your forgiveness”.  This kind of catch-all statement avoids going into all the detail of an interaction.  Sometimes we can become distracted by what Diana Winston describes as “being lost in the story” – we can end up recalling blow by blow what happened, indulging in blame and self-righteousness.   Forgiveness is not a process of justifying our words or actions.
  • Forgiveness is healing for ourselves – We have to bring loving kindness to our forgiveness practice whatever form it takes – loving kindness for our self as well as for the person we are forgiving.  The process is not designed to “beat up on” our self but to face up to the reality of what we have said or done or omitted to do that has been hurtful for someone else.  It’s releasing that negative, built-up energy that is stored in difficult emotions and is physically, mentally and emotionally harmful to our self.  It is recognising that holding onto regret, anger, resentment or guilt can be toxic to our overall wellness.  However, like giving up smoking, it takes time, persistence and frequent revisiting of our motivation.

As we grow in mindfulness and self-awareness through meditation, reflection and daily mindfulness practices, we can learn to face up to our real self and our past and seek forgiveness.  However challenging this may be, we need to begin the journey for our own welfare and that of others we interact with.  Diana Winston in her forgiveness meditation podcast reminds us that mindfulness involves “being in the present moment with openness and curiosity” together with a “willingness to be with what is” – it entails honest self-exploration.  She cites Lily Tomlin who maintains that forgiveness involves “giving up all hope for a better past” – seeing our past with clear sight and honesty.

Moving from Separation to Connection

Allyson Pimentel, a teacher at the Mindful Awareness Research Centre (MARC), provided a guided meditation podcast on the theme, From Separation to Connection, Silence to Speaking Truth, Stillness to Action. Allyson’s emphasis was on the power of meditation to increase our sense of connection, build our capacity to speak truthfully with courage and to take compassionate action.  Her meditation focus was on developing groundedness and stability through breath and formed part of the weekly, mindfulness awareness podcasts provided by MARC, UCLA.

Allyson explained that we are all connected in so many ways.  This sense of connection is heightened by the global pandemic and global social activity to redress injustice and inequality, epitomised by the Black Lives Matter movement.  This movement against violence towards black people has reverberated around the world with protest marches in many countries to show solidarity with those fighting against injustice. 

Sports teams are conducting public rituals to show solidarity and those who continue to promote hate and racism are being excluded from media forums that would otherwise give voice to their divisive comments.   Allyson noted that division and violence on racial grounds derives from a distorted sense of “separateness”, not recognizing our underlying connection to all other humans.  A  focus on separateness can breed “superior conceit”, a need to demonstrate that someone is “better than” another person.

Allyson’s professional work is focused on bringing mindfulness to bear on mental health issues and treatment.   She discussed mindfulness as paying attention to the present moment with kindness, curiosity and a sense of connection.  She stressed that breath meditation can help us to develop a strong sense of stability, self-compassion and compassion towards others.  She encouraged people participating in her presentation on Zoom to focus on one other individual participating in the global mindfulness awareness meditation and notice their face, their name, and their “place” and wish them protection, safety from harm, wellness and ease.  This process can deepen our sense of connection.

A breath meditation

During her Zoom drop-in session, Allyson offered a 20 minute breath meditation.  Her process involved a strong focus on our in-breath and out-breath and the space in between.  Allyson began the meditation by having all participants take a deep in-breath and let out an elongated out-breath while picturing their connection with others in the session doing the same thing – to create a sense of connection by breathing “as one”.   She suggested that people view the in-breath as self-compassion and the out-breath as compassion towards others, alternating between receiving and giving.

After this initial exercise during the guided meditation, Allyson encouraged participants to focus on their bodily sensations to become grounded fully in the moment – sensing their feet on the floor or ground and feeling the pressure of their body against their chair.   She suggested that if mental or emotional distractions intervened, returning to our bodily sensations is a way to refocus back on the breath.  A way to regain focus is to feel the breath moving the body (e.g. the in and out sensation of the diaphragm) and to feel the breath moving through the body – while recognising that many people around the world are experiencing constricted breathing through illness and/or inequity.

Allyson maintains that breath meditation and entering into silence fortifies us, provides stability and groundedness and enables us “to act for the good of others and to speak truth from our power”.  She suggests that meditation practice builds the personal resources to “speak wisely, truly and compassionately” in the face of unconscionable inequity.

Reflection

During the meditation session, Allyson quoted the One Breath poem written by Mark Arthur – a very moving reflection on connectedness and “collective social suffering”.  Mark exhorts us not to turn away but to turn towards the “deep, deep wound” as a way to express self-compassion. Then with loving kindness, “speak and act from the heart” with awareness that there is no separation between them and us, only connection through birth, breathing, living and death.

The space that lies between our in-breath and out-breath can be a place of rest and tranquillity and a source of spaciousness.  As we grow in mindfulness through breath meditation and exploring our connectedness to all human beings, we can access this spaciousness and learn to extend our thoughts and actions compassionately towards others.

Grounding Yourself in Your Body in Times of Uncertainty

On the 5th March this year, Jill Satterfield conducted a meditation podcast as part of the series of weekly podcasts offered by The Mindful Awareness Research Center (MARC), UCLA.  Her presentation was titled, Facilitating Ease: Breath as a Restorative Practice in These Times.  Jill’s presentation reflected her lifetime pursuit of mindfulness and somatic awareness.  She has meditated for most of her life (having been taught to meditate by her mother at the age of four).  She has participated in 150 silent retreats and is very well place to conduct personal coaching and training in “embodied mind” – how to be present and aware in our own bodies.

Jill has struggled with chronic pain for most of her life, undergoing multiple surgeries (including heart surgery).  Her somatic meditation has helped her overcome her physical pain but, as she herself maintains, the longest journey for her is overcoming emotional and mental pain.  Jill offers a form of “somatic practice” which integrates Indian yoga tradition with Buddhist meditation teaching.  She sees her meditation teaching as offering “ways to know the body intimately as a reflection of the mind” and “to know and work with what is discovered both somatically and cognitively”.

Becoming grounded in your body in these uncertain times

In her podcast, Jill offers a somatic meditation that enables you to become grounded in your body in times of uncertainty – at a time when we are all physically, mentally, emotionally and medically challenged with the advent of the Coronavirus.  Jill views mindfulness as “kindfulness”, a term developed by Ajahn Brahm.  In her view, meditation needs to be internally kind and supportive of yourself, others and the community at large.  She provides a guided meditation, a gentle “somatic practice”, that employs the following steps:

  • Begin by settling into your seat, comfortably – not strained or rigid.  This first instruction reinforces Jill’s emphasis on bodily sensations.
  • Close your eyes or look down – either way she suggests that you loosen your vision so that you soften both the back of your eyes and the corners.
  • Now progressively notice the weight of your bones in various parts of your body – the lightness of your toes in your shoes, the thickness of your bones in your legs and the heaviness of your hip bones.  Notice the support your bones provide as you sit in the chair.
  • Next sense your clothing on your skin – Jill suggests that you feel the difference in temperature between your skin covered by clothing and your uncovered skin exposed to the air.
  • Be with the gentleness of your breath at the entrance to your nostrils. Experience the softness and delicateness of the air flow through your nose.
  • Extend your inhalation by taking a deeper breath if is comfortable for you and notice the gentleness in the longer inhale.
  • Now extend the exhale gently – noticing the coolness of your breath and experience warmth throughout your body – in your chest, stomach and throat.  A useful way to feel the sensation of warmth embracing your body is to join your fingers together and feel the tingling that occurs there.
  • Notice the pause at the top of your exhale motion – to focus on this pause wait a second or two before exhalation to experience the stillness.
  • Notice the pause before the inhale – extend this for a second or two to experience the quietness and ease of the inward breath.
  • As you complete these four-part “breath rounds” (pause-exhale-pause-inhale) over a couple of minutes, draw on the support and imagery of nature – the gentle breeze through the leaves of the trees; the slow, breaking waves; or the silence and calmness of the mountains.
  • Feel the power of loving kindness and forgiveness flowing from your tranquillity and restfulness.

When distractions arise in this meditation, return to sensing the weight of your body on the chair – restore your groundedness.  As you slowly come to awareness at the end of the meditation, feel yourself coming to your senses more fully – take in the sights, sounds, smells, touch and taste that surround you as you feel more enlivened and relaxed.

Reflection

There is a certainty in our experience of our bodies in-the-moment and a tranquillity that arises from “resting in sensation”.  It is through our bodies that we can become truly grounded in the present.  As we grow in mindfulness, through somatic meditation and other somatic practices such as yoga, we can calm our “inner landscape”, still our mind and become increasingly open to our senses, our courage and creativity.  We can employ Jill’s somatic practice anywhere at any time to restore our sense of groundedness and experience ease and tranquillity.  Jon Kabat-Zinn reminds us that through mindfulness we can move from doing to being present to the power of now.
