A Brief Meditation for Anxiety

In an earlier post, I discussed Tara Brach’s explanation of how anxiety-producing self-stories are maintained and the importance of meditation incorporating self-compassion and self-forgiveness to break the cycle of anxiety-producing thoughts.  I have also discussed different approaches to anxiety meditation.   In my last post, I explained Bob Stahl’s 30-minute meditation to reduce fear and anxiety that incorporates a comprehensive body scan and compassionate curiosity towards yourself and others.  This approach could be preceded by reflective writing, an approach Bob recommends for focusing on a single anxiety-producing experience which is explored in terms of its bodily, mental and emotional impact.  An alternative resource is the 30-minute meditation podcast provided by Diana Winston that seeks to deepen the well of ease, leading us to greater self-awareness and consciousness of the depth of our inner resources.

However, you may not have the time required to do these kinds of meditations or reflections.  If you are time-poor, you could practice a brief, three-minute anxiety meditation provided by Zindel Segal, co-developer of MBCT and co-author of Mindfulness-Based Cognitive Therapy [MBCT] for Depression: A New Approach to Preventing Relapse.  This resource book for clinicians provides an in-depth explanation of the benefits and process of the three-minute meditation discussed in this blog post.

The Three-Minute Breathing Space

This meditation exercise is incorporated in the 8-week MBCT program and involves a process of awareness raising by assisting you to shift attention, to check-in on yourself and moved on beyond anxiety-producing thoughts. The Three-Minute Breathing Space meditation incorporates three core steps that are each of one-minute duration:

  • 1. Inner awareness of what is happening for you – exploring what is in your mind.  This involves getting in touch with, but not changing, the thoughts, feelings and bodily sensations that you are experiencing at this moment.  The first step thus involves shifting your attention to inner awareness of “what is”.  This is a passive activity – just watching what is happening for you, as if it is appearing on a “widescreen”.
  • 2. Creating a breathing space – moving away from the focus on your thoughts to a complete, undivided focus on your breath.  This grounding approach involves checking-in on the sensations of your body as you breath in and out.  You could concentrate on the rise and fall of your stomach as you take a breath and release it.  This calming breathing activity enables you to move away from whatever anxiety-provoking thoughts are preoccupying you and creating a “breathing space” to enable you to move on.  The secret is to give your mind a single thing to do – focus on your breath. 
  • 3. Expanding awareness – incorporating inner and outer awareness. The first step at this stage is to widen your awareness to your whole body – the sensation of sitting and its impact on every part of your body, your body on-the-chair.  Next you move your attention beyond your body to what is immediately impacting on it – the air flow on your body, the sounds reaching your ears. Finally, you move your attention to the room encasing your body.  You can then gradually return to full awareness by taking a few deep breaths and opening your eyes (if you have closed them to focus better).

As we grow in mindfulness through various forms of anxiety meditation, whether brief or extended, we can build the capacity to manage our anxiety-provoking thoughts and achieve a level of calm and equanimity that creates a sense of ease amongst the (sometimes turbulent) waves of life.

From Goal Focused Meditation to Natural Awareness

Diana Winston, in her most recent book, The Little Book of Being, differentiates between two main forms of meditation.  One meditation approach Diana identifies as the classical method – requiring considerable effort and focused on an object (e.g. breath or sound) and a goal (e.g. calmness, self-management, stress reduction); the other is focused on what she terms “natural awareness”.  She makes the point early in the book that in her early meditation practice she exhausted herself and became depressed and self-loathing by falling into the trap of becoming overly goal and object focused.  Her personal release came with the realisation of the power of natural awareness.  Her teaching is built on many years of personal meditation practice and deep insight into what enables people to live life fully and to be their authentic self.

When Diana became Director of Mindfulness Education at MARC (UCLA) she was determined to introduce other people to the practice of natural awareness.  Her book shows the evolution in her thinking and practice and her conclusion that people should practise both classical meditation and natural awareness as they are mutually reinforcing and complementary.   Classical meditation builds the power of focus and concentration together with present-centred awareness required to develop the habit of natural awareness. 

The nature of natural awareness

The approach to meditation that Diana promotes is called natural awareness because it entails practising what we experience naturally.  People can recall their own experiences of being in the moment, just being somewhere, or being in the zone in a sports or work arena.  Awareness is a natural capacity that has been diminished over time and lost in the fog of our own self-stories and beliefs, the incessant distractions drawing us away from the present moment and the time urgency that drives our goal-directed behaviour.  We become time-poor, driven (e.g. as reflected in impatient driver behaviour) and focused on the past or the future – leading to a form of depression or anxiety.  Natural awareness offers instead a sense of letting go – resulting in restfulness and equanimity.  Loch Kelly, In an interview with Tami Simon, describes natural awareness as effortless mindfulness.

According to Diana, natural awareness is a way of knowing and a state of being wherein our focus is on awareness itself rather than on things we are aware of (p.12). She offers a series of “markers” you can use to test whether you have experienced natural awareness (p.13).

Recollection: a starting point for natural awareness

Diana offers a recollection exercise as an introduction to natural awareness – using memories to recapture past, personal experience of natural awareness. The basic approach is to recall a time (in a relaxed way, not forced) when you had a sense of just being – experiencing heightened attention, a strong sense of connection, openness to what was happening or a profound sense of peace. The occasion could be viewing a sunrise/sunset, experiencing awe in the presence of pounding waves, a burst of creativity, a joyful conversation with a friend or being in natural surrounds where the beauty is breathtaking.

Now try to capture the time and experience in all its detail – where you were, what you were doing, feeling and sensing (touch, taste, smell, sight, hearing). The final step is to tap into what is happening for you with this recollection, e.g. tranquility, connection or ease. You can then rest in this awareness.

As we grow in mindfulness, through classical meditation and specific natural awareness practices, our capacity for inner and outer awareness expands and natural awareness becomes accessible to us on a daily/hourly basis.

A Reflection: Seeing Our Self in Our Children

In our leadership/management development workshops, my colleague and I often have participants identify what their staff say or do that annoys them. Then we ask them to think about what they say and do that would annoy their boss. They are frequently surprised that their staff’s words and actions often reflect their own annoying habits. They are surprised too that this process of using their staff as a mirror opens up the possibility of their being honest with themselves. So too, we can use our children as a mirror into our own behaviour.

Seeing our self in our children

When we look at our son or daughter, we might acknowledge that they regularly withhold information or only provide information that puts them in a good light – and we might think of them as deceitful. They might regularly lie to us or mislead us – and we might think of them as dishonest. They might never clean their room or leave things lying around the house for us to trip over – and we might think of them as thoughtless. They might throw tantrums or angry fits when they don’t get their way – we might think of them as manipulative. They might be self-absorbed, ignoring your needs at any point in time – we might think of them as inconsiderate. They might carry grudges or disappointment for a very long time – we might think of them as resentful. They might accuse us of something they do themselves – we might think of them as incongruous.

Whatever negative characteristics we attribute to our children can serve as a mirror into our own words and behaviour – as reflecting who we really are. Often our self-reflection is full of “shoulds” and self-deception as we hide our real self behind a mask. Again, we may judge others by their actions and ourselves by our intentions, rather than by what we say and do.

It is a revealing and challenging reflection to apply the negative attributes that we ascribe to our children to our own self. We could ask our self for instance, “In what way do my words and behaviour in my relationships show that I am deceitful, dishonest, thoughtless, manipulative, inconsiderate, resentful or incongruous?” The adjectives themselves carry such negative connotations that we are reluctant to ascribe them to ourselves, yet we might ascribe them to our children. Facing up to the reality of ourselves as both meeting our own expectations and falling short is very challenging – but it is the road to an open heart and all the happiness and effectiveness that this portends.

Extending the reflectionlooking deeper into the mirror

It is challenging enough to acknowledge our own negative attributes; it is even more challenging to extend the reflection to look at how our words and actions impact or shape the words and behaviour of our children. We can readily deny that we have influence, either directly or indirectly, on what they say or do, but we are part of their learning environment – an influential force in shaping their character for life. Owning up to this impact takes considerable courage, insight and self-awareness.

However, whatever negative traits we attribute to our self through this reflective exercise does not define who we are – we are much more than the sum of these negative attributes. We have to move beyond the shame we feel (with the self-realisation from this reflection), to the genuine exploration of our inner depth and extend self-forgiveness and loving kindness to our self as we move forward.

As we grow in mindfulness, through meditation and reflection on seeing our self in our children, we can progressively overcome our self-deception, develop inner awareness, build understanding and tolerance and develop an open heart. We need to nurture ourselves through self-forgiveness and loving kindness if we are going to be able to deal with the emerging self-awareness.

Finding the Well of Ease in Times of Anxiety

Diana Winston, in a guided meditation on anxiety provides a way to tap into the well of ease and peace that lies within each of us. Her meditation is titled Leaving Anxiety Street because we often feel at home in our anxiety – we tend to see anxiety as our residence, our natural habitat, and become blind to the ease of wellness within us that we can access at any time. Diana suggests that we can become lost in our own life dramas, our narratives and anticipations that feed our anxiety. The meditation she offers enables us to locate a new home that is built on the ease of wellness.

The well of ease

We have a natural tendency to a negative bias and often “fear the worst”, rather than anticipate the best. This bias serves to ingrain our anxiety so that we become stuck in the groove of negativity. However, deep within us lies the well of ease that we can access, a stillness and peace that is deep and boundless.

Diana likens this well of ease to the stillness and calm that lies deep below the turbulence of the waves. We can access this ease by looking below the surface of the waves that create turbulence in our lives. She suggests that the deeper you go, the vaster and more peaceful is the place that you will find. The more frequently you visit the well of ease through meditation, the more it will feel like home, and anxiety will begin to feel like a foreign place.

Accessing the well of ease and peace through meditation

Diana’s guided meditation for finding ease and peace involves a number of steps that progressively move us deeper into the well of ease:

  1. As usual the meditation begins with becoming physically grounded, beginning with a number of deep, conscious breaths. This is followed by adopting a posture that is supportive and upright on the chair, with your feet flat on the surface of the floor. Closing your eyes and placing your hands on your lap can facilitate focus on the meditation.
  2. Once grounded physically, the next step is a progressive body scan, moving from the feet to the jaw and forehead, at each point releasing the tension and softening the focal part of the body. This releases the bodily tension that accompanies anxiety – reflected in the tightness in your calves, the frown on your forehead, the stiff shoulders, the tight stomach muscles, the grinding of teeth and/or the soreness in your neck.
  3. As you relax and soften the muscles in your body, you can begin to focus on your breath wherever you experience the sensation of breathing – the rise and fall of your stomach, the flow of air in and out through your nose or the lift and fall of your chest. This process involves noticing your breath, not attempting to control it – letting go just like you need to do with the grip of your anxiety.
  4. You will invariably experience distractions as your memories and stories begin to play again, dragging your attention away from your breath. The process here involves sitting with and naming your feelings, not denying them because you should not be experiencing negative emotions such as sadness or resentment. Even anger can be a “powerful and healthy force in your life”, if you manage it rather than let it control you. Naming your feelings and experiencing their intensity can help you tame them.
  5. After you have accepted what is, your feelings and their intensity, you can move your focus back to your breath and the calmness that resides there, including the space between breaths.
  6. Next shift your focus to the sounds around you – sounds coming and going such as that of the birds or the wind. You might even be conscious of the stillness and silence that surrounds you wherever you are. This process of focusing on sounds can intensify your physical and mental grounding and create its own form of peace.
  7. Recall a time when you experienced a deep sense ease and peace and capture what it felt like – experience the sensations again as well as the calmness and sense of wellbeing you achieved.
  8. You can then repeat a desire such as, “May I continue to experience deep peace, joy and ease”.

Repetition deepens the well of ease

The more often you can repeat this meditation, the deeper will be the well of ease that you experience. You can use an anchor to access this well by having some physical action such as joining your fingers together and feeling the tingling, warmth and energy that courses through them. It is important to choose your own anchor but incorporate it as often as possible in your meditation practice – in this way, employing the anchor outside the meditation practice will more readily enable you to recapture the sense of ease and peace.

As we grow in mindfulness through meditation, our inner awareness increases, and we are able to access the deep well of ease that lies within each of us. Sustaining the practice of meditation will deepen the well which can be readily accessed through our personal anchor when we are not engaged in meditation.

Cultivating Concentration through Meditation

In some traditions, concentration is seen as separate from but essential to mindfulness. Concentration is described as “one-pointed focus” or bringing our attention to a single focus in a unified way. Concentration is thus viewed as the servant and enabler of mindful awareness – both inner and outer awareness. Jon Kabat-Zinn maintains that “concentration is a cornerstone of mindfulness practice” and that as we cultivate our concentration we increase our capacity for mindfulness – becoming fully aware in the moment.

Cultivating concentration through meditation

Diana Winston in a guided meditation on Cultivating Concentration offers four breath-based meditation practices that can build concentration and enable us to stop our minds floating in multiple directions as random thoughts assail us. While we are naturally able to concentrate to achieve a task (e.g. write a business plan, read a blog post, carry on a conversation), we have lost the art of single-minded focus owing to the level of distraction that surrounds us at any point in time. Jon Kabat-Zinn, for example, maintains that we are “perpetually self-distracting”.

Diana suggests that some simple meditation practices can cultivate our concentration, and through repetition, develop the capacity to maintain our concentration over longer periods of time. She drew on research conducted at UCLA that demonstrated that adolescents and adults with ADHD who persisted with meditation practice over eight weeks, improved their ability to maintain their focus, even when there were many things competing for their attention.

Meditation practices to cultivate concentration

  1. feeling the breath – concentrating on the act of breathing by focusing on where in your body you experience your breathing. For example, this could involve focusing on your breathing as you feel it in your nose, abdomen or chest. This requires focused attention on the breath, not attempting to control it.
  2. naming the act of breathing – here you concentrate on your breathing, and as you do so, describe what is happening, “breath in, breath out”, “chest rising, chest falling”. This focuses your mind on what is happening in your body as your breathe.
  3. counting your breaths – as you breathe, count each breath. Diana suggests that you count 1 to 10 and then begin again. Whenever, your mind wanders from counting your breaths, she encourages you to start your count again. As an alternative to the ten count, you can adopt the practice of counting to 50, as proposed in the “awareness-focus-loop” approach.
  4. using the gap – there is a natural gap between your “in” and “out” breath that you can focus on. As you complete each “in” and “out” breath, take your focus to a part of your body (e.g. your hands or feet) before you begin the next breath. This process can serve to reinforce that part of your body as an anchor for your mindfulness.

In each of these meditation exercises, it is important that you develop the capacity to return to your focus once a distracting thought intervenes. This strengthens your concentration power and increases your capacity to be mindful when undertaking any activity in your daily life.

We can grow in mindfulness by cultivating the power of our concentration through specifically targeted meditation practices that aim to develop the ability to sustain a single focus over an extended period of time. As our concentration power develops, our inner and outer awareness deepen and become richer and more life-enhancing.

Developing Mindful Cities

The Search Inside Yourself Leadership Institute (SIYLI) conducts 2 day mindful leadership courses around the world based on the three pillars of mindfulness, neuroscience and emotional intelligence. Participants in these courses tend to be motivated to practice mindfulness and spread the learning and ideas to various local arenas such as schools, organisations and community settings. There are now movements underway to integrate these initiatives on a local level by developing “mindful cities”.

The Mindful City Project

One of the initiatives designed to aggregate local mindfulness activities is the Mindful City Project established by co-founders Deb Smolensky (CEO), Michelle Spehr and Ellen Rogin. Their approach is based on the three pillars of awareness, compassion (including self-compassion) and generosity. These pillars are underpinned by the knowledge, practices and insights emerging from neuroscience and emotional intelligence research.

In an interview with Jen Arnold, Deb and Michelle discussed their own background and experience with mindfulness and the motivation and purpose for the Mindful City Project. Deb mentioned that she had been introduced to mindfulness at age 10 by her drama teacher who taught his class to use body scan to overcome nervousness. In her twenties, she resorted to meditation to deal with her anxiety attacks.

Deb, Michelle and Ellen each have experience in the wellness arena, with Ellen’s experience focused on financial wellness. They saw the need to help communities to become more connected, collaborative and compassionate – to adopt a holistic approach to enable the whole community to thrive. The Mindful City Project initiative sets out to develop a framework that will enable both a common language and a set of practices (encapsulated in checklists). The aim is to provide education, resources and funding to enable leaders in city communities to progressively develop their own mindful city and to share their relevant knowledge and experience with leaders in other cities.

A beta mindful city project

Deb and Michelle discussed a pilot project in the city of Highland Park Illinois where they are working with three community groups – schools, businesses and public services such as hospitals and the military. A key intervention strategy is the development of a “layered form of education and practices” for each type of participant group.

For example, different seminars are conducted for students, teachers and parents – enabling reinforcement in all directions and exponential growth in the use of mindfulness practices. Schools are provided with a checklist of practice options that they can adopt – the practices covering each of the three pillars. A school, for example, could inculcate the practice of taking a mindful breath when the bell rings and/or instituting mindful pauses in classrooms.

A key pillar of the mindful city project is generosity. Schools can choose the level and breadth of their generosity endeavours, e.g. supporting a charity or adopting a pay it forward program. Deb and Michelle gave the example of a school that raised USD160,000 for childhood cancer.

In developing awareness in businesses, Deb and Michelle stated that they found the foundations for mindfulness already present in organisations in a number of forms:

  • emotional intelligence incorporated in leadership training
  • a focus on “unconscious bias” within diversity and inclusion training

Unfortunately, these mindfulness initiatives are often segregated and lose the opportunity for mutual reinforcement and the synergy that comes from a holistic approach. In the Mindful City Project approach, mindfulness training covers both internal and external elements:

  • internal – emotional intelligence and inner awareness
  • external – compassion and generosity

As people grow in mindfulness through education and mindfulness practices in schools, businesses and homes, the potential exists for leaders to build mindful cities that thrive on connection, collaboration and compassion. The Mindful City Project provides the resources and funding to enable cities to create their desired future.

Sustaining the Practice of Mindfulness

In previous posts I have suggested that to sustain the practice of mindfulness you need to start small. Starting small can even involve as little as one mindful breath at a time. Chade-Meng Tan recommends that you start with less than you imagine is possible – so that you experience a sense of success early. I have also discussed the defences that we employ when trying to sustain self-compassion meditation.

Strategies for sustaining mindfulness practice

Meditation teacher Tara Brach offers additional strategies for maintaining your practice of mindfulness:

  • Practice daily – however short the time you have available. This establishes a momentum and develops a habit.
  • Find somewhere conducive to meditation or other mindfulness practice. Noise and activity in the background can be very distracting and makes silence and focus very difficult. Make it easier for yourself by finding a quiet place and time for your practice.
  • Be conscious of your posture – ensure you begin in a relaxed position that you can revisit daily. This enables your mind to capture the positive bodily sensations associated with your practice.
  • Avoid self-judgment – do not criticise yourself if your mind wanders or if you are unable to sustain lengthy mindfulness practice. The process of bringing your attention back to your focus following a distraction actually builds your “awareness muscle“.
  • Engage your body – bringing your attention to your body and the tensions within can help to ground you and clear away your thoughts. If bodily tension is regularly impacting your ability to sustain your practice, a full body scan can be helpful.
  • Use an anchor to enable you to drop into the present moment easily. The anchor can be anything that enables you to capture the positive sensation of your mindfulness practice. I use the process of joining my fingertips from one hand to those on my other hand. This tends to generate energy and a tingling feeling in my hands. It is something I can access anywhere at any time during the day – whether sitting at my desk, standing, travelling in the train or attending a meeting. Tara offers a list of useful anchors that you can explore for your own use.
  • Persistence is critical – do not give up because the positive gains are often just around the corner. Practice becomes easier over time if you persist and the gains grow exponentially.
  • Deepen your ability to be present in the moment. Tara suggests that a key question to ask is, “What is happening inside me now – can I treat this with acceptance?”. As a general principle, supplementing your standard, daily mindfulness practice with other forms of mindfulness throughout the day can add to the benefits you experience and serve to reinforce your daily practice. For example, in an earlier post I discussed some ways to be more mindful at work. Practice at home, supplemented by mindful practices at work, can be mutually reinforcing.
  • Employ the power of positive emotions – you can practice loving-kindness meditation or gratitude meditation to help you deal with difficult emotions experienced during your practice of mindfulness.

As we grow in mindfulness through sustained, daily practice we can enhance our inner awareness and increase the benefits that accrue from being in the present moment in a positive, constructive and peaceful way.

Overcoming Hasty Judgments

Daniel Kahneman highlighted the tendency to develop hasty judgements in his book, Thinking, Fast and Slow. Daniel, Nobel prize winner in economics, explains that most often we make hasty, automatic and intuitive judgments that are helpful in crisis times but can rupture relationships. He describes this “fast thinking” as System 1 thinking. In contrast, “slow thinking” (System 2 thinking) is more considered, reflective, deliberative and analytical. Fast thinking is resource efficient for the brain, taking less time and brain power. However, as neuroscientist Gina Rippon points out, these “pervasive shortcuts” are riddled with stereotypical thinking, half-truths, myths and untruths.

Overcoming hasty judgments

Mindfulness coach, Brian Shiers, highlights the fact that one of the problems with System 1 thinking is that we tend to have blind faith in our perception, however ill-informed or inadequate it is. We do not subject it to scrutiny or challenge because such activity would be time consuming in our time-poor world. The increasing pace of life and our heightened reactivity make it more likely that we will resort to the time efficient System 1 thinking. We end up seeing the world and individuals through the veil of our biases and prejudices.

Brian Shiers suggests that we can overcome this tendency to make hasty judgments, by developing “meta-attention” – an outcome of mindfulness which heightens the depth and “granularity” of our inner awareness. He suggests that to truly understand other people we first need to get in touch with our System 1 thinking which hastily boxes them into one of more of our easy-to-use stereotypes. He offers a meditation to look inside our self to observe our thinking and how it shapes our judgments about individuals.

Developing “meta attention”

In a MARC guided meditation podcast, Brian leads us in a meditation designed to increase our attention and power of concentration. The meditation is grounded in our body through a focus on the breath. He suggests that it is important during this meditation to avoid a tendency to perfectionism and to ensure that we engage in observation of our “thought stream”, rather than analysis.

The guided meditation involves extended focus on our breathing, without trying to control our breath. As thoughts about another person appear during the meditation, we notice them and observe what they are saying about the individual – staying in observation mode, not reverting to analysis. As we capture these thoughts, we return to the focus on the breath.

Brain’s guided meditation builds inner awareness – helping us to get to know our self better and understand what thoughts are passing through our mind in relation to another person. At the mid-point, he suggests that we get in touch, too, with what is happening in our body – noticing any points of tension such as tightness in our fingers, arms, shoulders or legs.

As we increase our awareness of our thought processes, we begin to notice the accompanying feelings which Brian suggests we treat with “acceptance, curiosity and friendliness”. As the meditation comes to an end, we are invited to take some deep breaths and, on exhaling, let the thoughts and feelings pass through us into the open.

In one sense, this guided meditation is another form of building our “awareness muscle” but the approach here is to focus purely on being-with-our-breathing, not controlling it – unlike the fifty conscious breaths described in my previous post as a way to use the “Awareness-Focus Loop” to overcome procrastination.

As we grow in mindfulness by engaging in meditations designed to develop meta-attention, we can become more conscious of our thought stream and the automatic thoughts that shape our hasty judgments about people. Through this process, we can gain better control over our thoughts about others and adopt a more considered, understanding position while maintaining self-compassion.

Developing Awareness to Overcome Craving and Addiction

In an earlier blog post, I discussed how cravings are formed and how mindfulness breaks the link between addictive behaviour and perceived rewards, drawing on the work of Jud Brewer. author of The Craving Mind. In a subsequent post, I discussed barriers to sustaining mindfulness practice and a four-step mindfulness practice for overcoming cravings and addictions.

In a recent presentation on the Brain Change Summit hosted by Sounds True, Jud elaborated further on how mindfulness breaks the “habit loop” of craving and addiction. He spoke of the “wedge of awareness” that mindfulness drives between a trigger (such as stress or negative emotion) and our habituated reactivity. He explained that mindfulness effectively disrupts the reward-based learning that is embedded in the craving/addiction cycle. In his view, mindfulness progressively establishes three different levels of awareness which he calls the “three gears of awareness”.

The three gears of awareness

Research undertaken by Jud and his colleagues demonstrates that if people are able to sustain meditation practice, they can realise a deepening level of inner awareness that breaks down the trigger-reward cycle involved in craving and addiction. Jud describes this progression in awareness in terms of three gears that release the power and potentiality of a person by enabling them to “move up a gear” – effectively changing the relationship between a trigger and the behavioural response. The three gears of awareness developed through mindfulness can be explained as follows:

  1. First gear: awareness of a “habit loop” – becoming conscious of the connection between a trigger, a behaviour and a reward that underlies a specific craving or addiction. The first step to breaking a habit is understanding how it is formed.
  2. Second gear: disillusionment with the reward – becoming aware that the “reward” does not work. For example, being mindful of your bodily sensations (taste, smell, touch) as you have a cigarette can make you realise how “disgusting” the cigarettes are. One respondent in a relevant mindfulness research project said (after paying attention to her bodily sensations when smoking), that her cigarette “smells like stinking cheese and tastes like chemicals”.
  3. Third gear: breaking free of the “caught up-ness” of the habit loop – works through a process of substitution of a better and higher reward. Through mindfulness you access your natural capacity to be “curious” – to observe and explore your emotions and reactions and name your feelings. Curiosity without habituated reactivity leads to a sense of expansiveness, peace of mind and equanimity – a higher level reward than flight behaviour. Jud suggests that R.A.I.N. meditation, breathing into strong emotions and loving kindness meditation can activate this third gear.

As we grow in mindfulness through meditation we can become aware of the habit loop reinforcing our craving or addiction, re-evaluate the rewards inherent in our habituated responses and begin to experience the freedom and peace which comes from the ability to be curious about our inner world, while being reaction-free.

Breathing with the Earth

Diana Winston, Director of Mindfulness Education at MARC (UCLA), offers a unique perspective on developing mindfulness through breathing. In her meditation podcast, she introduces the idea of breathing with the earth – expanding consciousness of our own breathing to connect with the earth’s breath. She encourages us to deepen inner awareness of our breathing and, from this foundation, expand our outer awareness to connecting with every living creature and the earth’s breath. The process develops a sense of connectedness, calm and wonder.

The earth’s breath

Diana begins her meditation podcast by playing a video from Chilean artist, Glenda Leon. The video artistically depicts (with an embedded breathing sound) the earth breathing. Glenda has titled the video Cada Respire (Tierra), which is Portuguese for every earth breath. Diana suggests that as you watch the video you attune your own breathing to the sound of the earth breathing as depicted in the video.

In an article titled, The Earth Has Lungs. Watch Them Breathe, Robert Krulwich (writing for the National Geographic) highlights the NASA time lapse video depicting an “unimaginably vast planetary breathing system” over the cycle of a year. As the seasons change around the world, the growth of trees and their leaves (numbered in their trillions) act as the lungs of the earth breathing in carbon dioxide and releasing life giving oxygen. Robert highlights the fact that every leaf on every tree has thousands of “little breathing tubes called stoma” which enable the leaf to take in air from the outside. He uses a photograph by Robert Dash to illustrate the stoma on the surface of a leaf which has been magnified 150 times.

John Denver in the song Tremble If You Must recalls that “the trees are just leaves on a big breathing globe”. Eva Cassidy, in her amazing rendition of the song What a Wonderful World, reminds us that as we reflect on the ordinary things in our life, we can experience wonder if we open our eyes and minds. As we expand our consciousness of our breathing to that of the earth’s breath, we can experience connectedness and calm through awareness of the reality that surrounds us.

Breathing with the earth

Diana’s guided meditation provides a way to focus on your own breathing that serves as a gateway to breathing with the earth. For a start, she suggests that you become aware of your own breathing, focusing on your in-breath and out-breath wherever you can experience the act of breathing in your own body. This may be the air passing through your nose or the undulations in your abdomen or chest as you breathe in and out. You can expand this inner awareness to lower-belly breathing with a little practice.

Diana guides you to explore your breathing further by doing two things, (1) focusing on other parts of your body as you breathe, and (2) exploring the path of a single breath. She suggests that this expanded awareness can begin with focusing on parts of your body other than your torso to observe the sensations that accompany your breathing to see if their movements are attuned to your breathing, e.g. tingling in your fingers or feet. This can then be followed by observing the movement of a single breath through your body (if you cannot capture the explicit sensation, you can imagine this flow).

If you find that you become distracted from your focus on your breathing, you can let the thoughts or feelings pass and return to your breath. This requires discipline but will increase your capacity to focus over time. Once you have become grounded in your own breathing you can expand your awareness to the earth’s breath.

One way to consciously breathe with the earth is to envisage the earth breathing (aided by the earth breath video introduced above). This will build a strong sense of connectedness to the earth. You can then expand your awareness to the breathing of other people and every living creature on the earth.

What can strengthen your capacity to connect with the breath of the earth is to stand on the ground outside your home and feel the sensation of the earth’s movement, being conscious of the trees and plants and their life-giving breathing.

As we grow in mindfulness through mindful breathing, we can develop our inner awareness, enhance our external awareness, learn to breathe with the earth and build a sense of calm and connection to every living thing.
