The Challenge of Maintaining Your Meditation Practice

Brian Shiers suggests that one of the problems in attempting to maintain your practice is that creating new habits requires replacing old habits with the new.  He cites Neil Donald Walsh who maintains that, “yearning for a new way will not produce it, only ending the old way can do that”.  Brian draws on the neuroscience finding that our habits develop through neurological patterning, the development of new neural pathways reinforced by personally valued rewards.  The problem is that multiple repetitions are required to replace the old “habit-loop” with a new, sustainable pattern.  Often our rationalisations take over – such as “maybe I will do it later”, “it is not a good time now”, or “I am too restless at the moment” – and interrupt repetition of our practice.

To assist in the process of sustaining your practice, Brain offers a meditation podcast titled, How to Rediscover Your Practice, in which he offers a way to enrich your practice of mindful breathing and establish sense-based cues to regenerate your practice.  Brian’s guided meditation is part of the weekly meditation podcasts offered by MARC, UCLA.

A guided meditation for maintaining your practice

Brian’s meditation process involves several steps as follows:

  • Listen to the end of the gong from a meditation bell made especially for its resonance – this initiates the process of paying attention through activation of your sense of hearing.  A normal bell could be substituted for this initial step.
  • Notice what is going on for you in this moment – What are you thinking? How are you orientating your body? What are you feeling about what is happening for you as you begin your practice?  Brian maintains that self-observation is the essence of mindfulness.
  • Form your practice intention – focus on your intention in undertaking your practice.  This may involve a desire to build your concentration, to realise calm and tranquillity or to master the art of being still and silent.
  • Feel your breath in your body – consciously focus on one of the five places that you can feel your breath in your body – the rising and falling or your stomach or your chest, the movement of air through your nostrils or your open mouth or the sensation of breathing at the back of your throat.
  • Notice the thoughts that pass through your mind – thoughts come and go throughout our day and the time spent in meditation is no exception to this natural process.  Be conscious that your thoughts are drawing your focus away from your breath, but don’t entertain them.  Return to your intended focus and progressively build your attention muscle.
  • Accept what is – accept the fact that you may be tired, restless, easily distracted or frustrated by your attempts to maintain your focus.  Observing and accepting your present state is integral to mindfulness.
  • Extend your focus to seeing – add the sense of seeing by extending your focus to a single, egg-size object while simultaneously maintaining your focus on your breath.
  • Extend your focusing to include sound – while maintaining your focus on your breath and your external visual image, extend your focus to the sound in your room, taking in the room tone.

Reflection

This guided meditation helps to develop mindfulness because it not only builds the power of paying attention but also provides sense-cues that will prompt your meditation practice.  I have found, for example, that by focusing on the view of the waters and islands in the bay from my home deck, I can very quickly drop into a focus on my breathing.  This outer awareness acts as a cue to inner awareness.  The enriched experience of meditation from the focus on several senses also facilitates the maintenance of meditation practice and the capacity to progressively grow in mindfulness.

Achieving Inner harmony through Music and Mindfulness

In his book, “In Tune: Music as the Bridge to Mindfulness”, Richard Wolf likens practising a musical instrument to meditation practice – each builds our capacity for inner harmony.  He maintains that playing music draws our attention to vibration, sound, feelings and silence.  Meditation, too, can take the form of a focus on sounds, tuning into feelings, making space for silence and noticing vibrations within and without.

Inner harmony

Richard argues that when a musician is in the zone, they experience a perfect harmony between their mind, body and feelings – everything is in unison with the beat and rhythm of the music.  The musician loses this sense of harmony if they overthink the music – they need to maintain their focus to remain “in the flow”.   So, too, with meditation, when you can sustain your meditation practice, you can achieve an inner harmony whereby “your whole body is experienced as an organ of awareness”.

Music, too, sometimes involves alternating dissonance with harmony.  Dissonance in music can also lead to what is termed “harmonic resolution”.  Dissonance is an integral part of life – experienced within meditation as “unpleasant thoughts or emotions”.  This dissonance can be acknowledged, named and integrated into your acceptance of “what is” – surfing the waves of life.  Meditation enables us to experience ease amid the turbulence.

A harmonising practice – breathing in tune with room tone

Richard Wolf, an Emmy-Award winning composer and producer, states that every room has its own “room tone” – acknowledged by sound engineers who attempt to integrate room tone into a soundtrack for the purpose of achieving a sense of authenticity when someone hears the music.  He suggests that you can harmonise with room tone by first focusing on the sounds within a room – sounds emitted by computers, air conditioning, digital devices or the vibration resulting from wind on the walls.  Then when you are paying attention to the room tone, you can harmonise your breathing with it.

Reflection

The analogy of music as a bridge to mindfulness can open our awareness to the sounds, vibrations and silence that surround us.  As we grow in mindfulness through meditation, we can learn to harmonise our breathing with sounds beyond our bodies, e.g. the room tone. We can achieve inner harmony through sustained musical practice and/or meditation practice. Harmonising our breathing with room tone can deepen our awareness and provide an anchor to experience calm and ease when we are buffeted by demands, challenges, dilemmas and urgent tasks.  Tuning in to ourselves through meditation enables us to become more aware of “the ambient clutter of daily life”.

Paying Attention to Your Breath and Body

Allyson Pimentel, a teacher at the Mindful Awareness Research Centre (MARC), offers a guided meditation podcast on the theme, Mindfulness of the Body and Breath.   She explains at the start of the meditation that mindfulness involves paying attention in a particular way that induces ease, restfulness and tranquillity.

Allyson focuses on three elements of paying attention that lead to inner and outer awareness:

  1. Purposefully – paying attention is undertaken consciously with clear intention and purpose
  2. Focusing on the present – paying attention to the present moment, not to what has gone before or to an anticipated future event
  3. Openly – paying attention with curiosity and willingness to be with what is, not ignoring what is unpleasant, painful or challenging.

Allyson reminds us that our breath and our body are always with us in the present moment, even if our mind is continuously wandering with endless thoughts.  Our body and breath provide the anchors in the turbulent sea of life.

Allyson cites lines from a poem, “I Go Among the Trees” by Wendell Berry, that capture this stillness:

All my stirring becomes quiet

Around me like circles on water.

My tasks lie in their places

Where I left them, asleep like

 cattle…

Guided meditation on your breath and body

The guided meditation provided by Allyson incorporates mindful breathing together with a thorough body scan.  After inviting us to sit “upright not uptight”, she encourages us to notice our breathing (its pace, length and evenness).  After inviting us to pay attention to our breath, she guides us in a progressive scanning of the body.

Two things that I noticed with the body scan are its completeness and the focus on openness. She guides us to pay attention to our head as well as the rest of our body – top of the head, our forehead, cheeks, eyes, mouth and tongue.  While Allyson asks us to release points of tension in our body during the body scan, she also suggests that we notice points of openness once tension has been released.

As we grow in mindfulness through paying attention in the present moment to our body and breath, we can become grounded, release tension in our body and experience the ease of acceptance.  We can learn to more skilfully and openly respond to the challenges of the many aspects of our daily life and extend kindness to ourselves and others we encounter. This, in turn, will lead to the experience of equanimity.

Develop Equanimity to Overcome Reactivity

Much of the time we are reactive because of our ingrained habituated responses.  These develop over time and can vary with different stimuli – a confronting email, a perception of criticism by a partner or colleague, thoughtlessness by another person or traffic delays.  Our responses may be precipitated by negative thoughts that generate emotions such as fear, anxiety, frustration or anger.  We then act out these emotions in a reactive way – not stopping to maintain our balance or evaluate the best possible response. As we have mentioned earlier, there is a gap between stimulus and response and within that gap are choices and associated freedom.  Developing equanimity helps us to better utilise the gap between stimulus and response and widens our potential response options – as it frees us from being captive to our habituated responses.

Equanimity is being able to maintain a state of calmness, balance or even-mindedness in the face of a situation that we find challenging – physically, mentally or emotionally.  It builds our capacity to overcome reactivity and enables us to accept what is, without reacting impulsively.  Diana Winston makes the point that equanimity is not passivity – acceptance of what is, does not mean avoiding taking action to redress injustice, insulting behaviour or meanness.  What equanimity does mean is acknowledging what is and the inherent challenge (e.g. illness, mental illness of a family member, or loss of a job), not railing against all and sundry for our “misfortune”, but actively pursuing redress – including building our capacity to remain calm in the face of life challenges.  Equanimity enables responsiveness that is positive and productive.

A meditation to develop equanimity

Meditation, by its very nature, helps to calm us and, in the process, develop equanimity.  Diana Winston, however, provides a specific “equanimity meditation” designed to build our capacity to retain our balance and to remain even minded when confronted with a life challenge.  She provides this meditation as part of the weekly guided meditation podcasts provided by the Mindful Awareness Research Center (MARC), UCLA. Her guided meditation podcast, Equanimity and Non Reactivity, contains several steps:

  1. Grounding yourself in your chair by adopting a comfortable, upright posture; closing your eyes or looking down; and focusing your intention on the present – not thinking about the past or worrying about what is coming up.  Being present-in-the-moment is a calming activity that can build equanimity.
  2. Complete body scan – starting with your feet on the floor (feeling the firmness and envisaging the stable ground below); moving progressively through your body, while noticing and releasing any points of tensions (such as in your neck, shoulders, stomach, legs or hands).  You can begin to notice the sensations as you progress with your body scan – feeling the tingling in your fingers or the softness/looseness in your legs as you let go and allow the tension to drain away.  During the meditation, it pays to be conscious of a tendency to let your shoulders droop. [Note: this part of the meditation resonates with the first part of the Yoga Nigra Meditation focused on the physical body]
  3. Focus on your breathing – you focus on wherever in your body you can feel the sensation of your breathing, the in and out movement of your stomach or the air passing through your nose.  The process involves noticing, not controlling your breathing.  You can also rest in the gap between your in-breath and your out-breath.  You can extend the observation of your breathing to other parts of your body such as breathing through your mouth.
  4. Noticing sounds – now switch your attention to the sounds within and outside your room.  Again, the process involves noticing not interpreting or judging the sounds (whether they are pleasant or grating, for example).
  5. Anchoring yourself – you can choose to focus just on your breath or the sounds or adopt a position of natural awareness where you are open to the sense of being aware. Whatever you choose becomes your anchor that you can return to when your mind wanders.  It is natural to have passing thoughts and emotions – the important thing is not to entertain them or indulge them but to acknowledge them, for example, by saying to yourself, “I’m wandering again”.  Once you notice and acknowledge your diverting thoughts and/or emotions, you can return to your chosen anchor.
  6. Equanimity meditation – this involves two main parts that focus directly on developing calm, no matter what your stimulus is.  The first involves capturing a time when you were able to remain calm and balanced when confronted with a challenge – it is important to visualise the event and recapture the memory in all its richness including the stimulus, your initial thoughts/emotions, how you brought yourself under control and your calm response replacing what normally would have been a reactive response.  The second part involves envisaging a challenging situation you have to deal with; identifying what is your “normal” response; and picturing yourself tapping into your boundless internal equanimity, energy and awareness to adopt a response that is both creative and positive.

Diana maintains that this process of equanimity meditation builds your capacity to manage difficult challenges rather than revert to reactivity – that involves adopting habituated responses that are potentially injurious to yourself and others. On a personal note, I like listening to the calmness of Diana’s voice and hearing her highly developed insights as she leads me through a guided meditation process on the weekly podcasts.

As we grow in mindfulness, through meditations such as the equanimity meditation, we can realise a new level of personal resilience through the development of calmness, balance and even-mindedness.  We will experience less reactivity in challenging situations and be open to more positive and helpful responses.

Body Scan Meditation

Body scan meditation is a quick and easy way to access your relaxation response, an effective counter to stress and your automatic fight or flight response. Body scan meditation has the advantage of being flexible – you can use it anywhere at any time. You don’t have to undertake an extended body scan to realise its benefits.

Different purposes for the body scan

Olivier Devroede, author of the Mindfulness Based Happiness blog, explains that body scan in the yoga tradition is used for relaxation, whereas in some mindfulness traditions, the purpose is the development of acceptance. Jon Kabat-Zinn also provides a “bodyscape meditation“, incorporating a body scan, that is designed to enable you to become more aware of your body and its sensations and, through this meditation practice, become grounded in the present more readily.

Diana Winston, Director of Education at the Mindful Awareness Research Centre (MARC) offers a brief, 3-minute body scan that can enable you to quickly wind back your disabling response to a stressful situation. It can serve as a regular practice, too, that can progressively build automatic awareness of body sensations and emotional responses. Diana also offers a 13-minute body scan meditation for sleep when you are going to bed. At other times, you might actually be trying to avoid sleeping during meditation.

The basics of a body scan

Body scan is something that can be short or extended, incorporated into other forms of meditation and used flexibly for different purposes. While the intention of body scan meditations may vary, they have several basic elements in common. These relate to being grounded bodily and mentally, noticing your breathing and paying attention to your body and its sensations.

  1. Being grounded bodily – often this is achieved by paying attention to your posture, ensuring you are comfortable and relaxed, and upright if seated in a chair. There may be many times when you are unaware of your posture which can be a form of slouch, whether you are sitting or standing. Focusing on becoming grounded bodily, can help rectify this tendency to slouch throughout the day.
  2. Being grounded mentally – this basically involves bringing your full attention to the process of a body scan and your specific intention in undertaking it.
  3. Noticing your breathing – this can be a simple act of being aware of your breath and its characteristics (such as slow or fast, deep or shallow), without any effort to control your breathing. It can also be a more conscious approach where you take a couple of deep breaths to aid the process of relaxation and being grounded in the present. A deeper breathing approach is lower-belly breathing which can be incorporated into your body scan.
  4. Paying attention to the pressure on your body – this initial approach to increasing bodily awareness, involves noticing the pressure from the floor or your chair on your body at different points, e.g. on your back, feet, buttocks, shoulders. This is a form of conscious grounding – noticing the impact of your immediate physical environment on your body.
  5. Paying attention to your bodily sensations – this is the core activity in a body scan, the other activities serves as a warm-up or preparatory exercise. Here you are exploring your body, looking for any points of tightness, tension, pain or contraction. The aim is to progressively release or soften these points to free your body from its stress response. Developing your awareness about these points of tension, can help you to more quickly become aware of a negative emotional reaction to a stressful situation.
  6. Paying attention to your feelings – becoming aware of your bodily sensations can give you insight into how you are feeling about a situation or interaction. Often, we hide negative emotions, which further exacerbates the tension in our bodies. If you can get in touch with your negative feelings through a body scan, you can name these feelings and, over time, successfully control them. This last step represents the deepest approach to body scan meditation and the most time consuming method, as you need to undertake the precursor activities to get in touch with your bodily sensations and be in an open frame of mind to name those feelings.

As we grow in mindfulness through the different forms of body scan meditation, we increase our capacity to focus, enhance our self-awarenesss, develop our relaxation response, improve our self-regulation and increase our capacity to be in the moment.

Bringing Intention to Your New Year Resolutions

Diana Winston offers a meditation podcast in which she provides a way to deepen intention when making New year resolutions. The meditation combines both reflection and goal setting and aims to replace the usual beginning-of-the -year wish list with a firm, focused intention on making a real change in your life.

Diana begins the meditation with a process for becoming grounded. In this meditation practice, she focuses first on a body scan that involves paying attention progressively to the points of contact of your body with the chair that you are sitting on and the floor you are touching with your feet. The body scan is followed by mindful breathing as a way to deepen your inner awareness – noticing your breathing, but not trying to control it. Diana suggests that the mindful breathing approach can be supplemented by paying attention to the sounds around you – without judgment or interpretation. Once you become anchored in either your breathing or through tuning into surrounding sounds, you can move onto the next stage of the meditation practice, reflection.

Reflecting on the past year

Diana proposes that a reflection on the past year should precede goal setting for the new year. The reflection has two parts – (1) what was good about the previous year and (2) what was not so good. In relation to the first – the good aspects – the idea is to focus on what brought you peace, joy or happiness. Here you can express gratitude for all that you experienced as good in your life.

In the second part, you can identify what was not so good in terms of what you did that impacted negatively on yourself or others. This begins the process of identifying what you want to change in your life. The not-so-good aspects may have resulted from not appreciating what was good in your life at the time or they may represent an unhealthy habit that has adverse effects on your life. Diana maintains that it is important at this stage of the meditation to treat yourself with loving kindness and not become absorbed in self-blame and self-denigration.

Bringing intention to your new year resolution

The final stage of the meditation practice is to focus on what you want to change in your life – choosing one thing that will have a significant effect on your life and those you interact with. Just building mindfulness through meditation practice itself impacts positively the people around you as you are better able to express loving kindness towards others and yourself.

The important point here is to focus on one thing or aspect of your behaviour that you want to change in your life. Too many resolutions dissipate energy and weaken intention. Focusing on one thing at a time builds intention and resolve.

Once you have a behavioural goal clearly in mind, a way to strengthen your intention is to envision what your life will be like when you achieve your behavioural goal – what will be happening differently?; what positive impacts will it have on your stress levels/ experience of equanimity?; and what will it mean for the quality of your relationships? The more you can focus on the envisioned positive outcomes, the stronger will be your intention and resolve to achieve your goal.

As we grow in mindfulness through meditation and developing our focused intention to create change in our lives, we can progressively remove the unhealthy habits that are negatively impacting our lives and those around us.

Developing Kindness through Meditation and Imagery

Diana Winston in one of her weekly meditation podcasts introduces a kindness meditation that employs guided imagery.  The key approach is to create a positive image and mentally invite others in to join you in that place.  This immersion in the present moment not only reduces stress and anxiety but develops a kindness orientation that can flow into your daily life.

Paying attention with kindness – cultivating a kindness orientation

Fundamental to this approach is paying attention with kindness – a form of mindfulness that envelops others through our care and concern.  Often, we are unaware of others, even those close to us, because we are absorbed in planning the future to reduce anxiety or ruminating about what might have been in the past.  We can become absorbed in disappointment over unrealised expectations

Guided imagery meditation proposed by Diana can take us outside of our self-absorption and open ourselves to kindness towards others.  Neuroscience, through discovery of the neuroplasticity of the brain, has reinforced the fact that what we actively cultivate in our minds will shape our future thoughts, emotions and actions.  Regular practice of kindness meditation creates new neural pathways so that we will find that we become more thoughtful and kinder – we become what we cultivate.  This principle is embedded in the story of The Grinch.

The Grinch in Dr. Seuss’ book, How the Grinch Stole Christmas, cultivated meanness through his thoughts, words and actions and became progressively meaner to the point that he stole everyone’s Christmas presents and trees.  He was ultimately undone by the kindness of little Cindy Lou and her community who invited him to a Christmas meal despite his meanness to them.  At the meal, he shared his realisation of the value of kindness by making a toast, To kindness and love, the things we need most.  Kindness meditation practice shapes our orientation and is contagious, infecting those around us.

Developing kindness through meditation and imagery

In her guided meditation podcast, Diana leads us in an approach to meditation that incorporates guided imagery.  First, however, she guides us to become grounded through posture, focus and bodily awareness.  This state of being in the present moment can be anchored by focusing on our breathing or sounds around us (without interpretation, being-with-the-sound).  

Diana uses the imagery of a pond as a metaphor for kindness (starting at the 20.44mins point of the podcast).  The pond contains “kindness waters” that surround anyone who enters the pond.  The meditation involves progressively picturing people entering the pond and being embraced by the waters that spread happiness, protection, well-being and contentment.

As we grow in mindfulness through the practice of kindness meditation aided by imagery, we can become more kind and caring through cultivating a kindness orientation.  Our words and actions, in turn, influence others so that kindness grows around us.

Insights from Mindfulness

Matthew Brensilver teaches about the relationship between mindfulness and mental health based on his many years of research into treatments for addiction and resultant behaviours.  In one MARC meditation podcast he offers two key insights that derive from mindfulness.

In the podcast, he suggests that meditation practice itself is a form of training that opens us up to the potentiality of mindfulness.  It enables us to pay attention to our everyday experiences, getting in touch with our sensations and thoughts.  Matthew describes mindfulness as accepting our human condition in all its facets with openness and equanimity.  He maintains that this mindful stance generates two key insights.

Insight 1 – the difficulty of being human

If we learn through meditation to accept whatever comes our way, taking things as they are, we come to realise how difficult it is to be truly human.  This openness to experience from one moment to the next means accepting what is with equanimity – even if this involves challenges to our sense of self, career disappointment, interpersonal conflict or ill health.

It takes real courage to face the reality of our lives with full awareness, not hiding in denial or diverted by resentment.  Life often turns out to be very different to what we imagined or hoped for. Matthew states that mindfulness demands that we “make peace with the human condition” and live our lives with genuine acceptance moment to moment.  This is hard to do, even if we are able in the midst of things to express gratitude for what we do have or for the positive experiences we have had in our lives.

Insight 2 – we underestimate the capacity of our hearts and minds

Matthew suggests that our innate capacity is often obscured by aversion to difficulties, striving for “success” or the negative emotions generated by the everyday challenges of work and life.  Fear, for instance, can stop us from being creative and pursuing opportunities for personal growth and development.

Matthew argues that “sustained intention and attention” that develops with mindfulness enables us to tap into our real potential, including the ability to offer unconditional love and appreciation.  If we are able to maintain “continuity of awareness” we are able to access our full potentiality.

For Matthew, mindfulness involves not only being aware of our thoughts and emotions from moment to moment but also the ability to “pour awareness into our body” so that we are in touch with our bodily sensations as well.  He suggests that meditation helps to build this awareness because it offers the opportunity to “experience the dignity of upright posture” while, at the same time, feeling “the pull of gravity” on the rest of our body.

As we grow in mindfulness, we come to realise the difficulty of facing our human condition with equanimity, while at the same time experiencing the depth and breadth of our human potentiality.  Meditation practice helps us to accept what is and to more readily realise our full potential.

Paying Attention

Marvin Belzer provides guidance in a meditation podcast on “paying attention”.  Marvin was on the faculty of UCLA Department of Psychiatry and Biobehavioral Sciences at the time.  He has many years experience with practicising and teaching meditation, having taught a semester-long course on the theory and practice of mindfulness.  Among other things, he provides meditations for teens – ways for young people to learn to pay attention and to access calmness and clarity.

Marvin emphasises that “paying attention” is a natural ability that does not require forcing.  We can notice things, look at things closely, observe what is happening in front of us – it all comes naturally.  However, we have lost the art of focusing because of the distractions in our lives and, particularly, our endless thoughts.

To learn to pay attention again, we need to practise.  This practice ideally involves focusing on something simple – our breath, hand, bodily sensations or sounds around us.  If we keep the focus simple, we can more easily sustain our attention.  As Marvin points out, the process of stabilising our attention on something that is simple (and does not entice our thoughts to go wild), “automatically induces calmness”.  If we practise paying attention through daily meditation we also gain clarity, be able to think more clearly.

The challenge of losing attention

If our mind wanders, we do not need to consider this a failure, but “part and parcel” of the process – affirming, firstly, that our mind is active because an intelligent mind needs to exercise itself on something challenging, not something that is simple.

We will find that, as we attempt to pay attention, our mind will suddenly become absorbed in memories, thoughts, emotions or planning – like me, you could end up planning your next activity, working on your to-do-list, deciding how you are going to get to that meeting later in the day.

The important thing is to re-focus without blaming yourself or indulging in negative thoughts and stories about yourself and your perceived “weakness”.   A useful technique to use if your are distracted during a meditation is to make the distraction a part of the meditation itself.  Instead of consuming energy trying to get rid of the distraction (and distracting yourself more) just notice what is going on – “i see that I am feeling a bit anxious now and I sense a tightness in my shoulders”.  You can just name the emotion and feel the sensation in your body.

It is important to remember that you are not trying to perform for anyone else, even yourself.  You are not trying to meet anyone else’s rate of advancement.  Focusing on something simple is a neutral activity and encourages you to be calm and real – to give yourself permission to be-in-the-moment.

Paying attention meditation can open your mind and heart to creativity.  By stilling your mind, you are able to a access what Kabat-Zinn calls the “spaciousness” within.  You will gradually overcome your existing habit of “mind wandering” and be able to develop the sustained attention needed to fully access your creative mind.

The process of paying attention is integral to all forms of meditation, with the focus varying from one form of meditation to another.  In his podcast, Marvin Belzer leads you through a paying attention meditation that moves from a focus on breath, to listening to surrounding sounds,  to undertaking a form of somatic meditation – focusing on your body.  As we grow in mindfulness through practising paying attention in meditation, we can readily access calmness and clarity and open our minds to creativity.
