Guided Meditation for Releasing Stress and Reducing Overthinking

In times of stress, we tend to overthink – to engage in self-stories about who we are, what we are capable of and what negative impacts will eventuate from our situation.  These negative self-stories can lead to a debilitating downward spiral and undermine our capacity to cope with our daily challenges.  It is important to break the cycle of negative thoughts before they become entrenched in our psyche.

Great Meditation on its YouTube© Channel offers a specific guided meditation to help release stress and reduce overthinking.  The meditation focuses on three key areas impacted by stress – our breathing, our thoughts and our body.

Guided meditation to release stress and reduce overthinking

The 10-minute guided meditation offers a simple but effective way to unwind and take control of your thinking and bodily sensations.  The meditation process has three key steps:

  1. Focus on your breathing – the starting point is to become grounded through your breath.  Just observing your breath can be relaxing.  The key here is not to try to control your breathing but notice it occurring in a part of your body – through your nose, in the rise and fall of your abdomen or in your chest.  Adopting a comfortable posture helps you to maintain focus on your breathing.
  2. Observing your thoughts – this entails noticing what thoughts are occurring in your mind without judgment and without entertaining them.  It is important if your mind is blank not to go searching for thoughts because this can lead to overthinking.  The key is to maintain your relaxed breathing while you notice what is going on in your head.  Just let your thoughts pass by and remind yourself that “you are not your thoughts” – they are merely mental constructions.
  3. Notice your bodily sensations – we experience stress in our bodies in the form of tight shoulders, a stiff neck, localised pain or sore arms, legs or ankles.  Your body mirrors the fact that you are uptight in response to stress.  As you scan your body, you can progressively release points of bodily tension by focusing on these areas and letting go.  Deep breathing can assist this process and enable you to end the meditation process smoothly.

There are numerous sources of meditations that will enable you to release stress and free yourself from overthinking.  For example, Great Meditation provides a wide range of meditations for specific purposes on their YouTube© Channel.  Additionally, psycom.net lists links to meditation resources including music meditations, guided meditations, podcasts and meditation apps.

Reflection

The resources available for meditation practice are numerous and are very often free.  The challenge is to maintain regular meditation practice to enable us to destress and stop living in our thoughts. As we grow in mindfulness through meditation, reflection and mindfulness practices, we will be more able to calm our minds, notice and release tension in our bodies and progressively build the resilience necessary to handle the challenges of work and family life.

How to Go Beyond Just Coping as a Leader

Ginny Whitelaw published a book on The Zen Leader in which she integrates her experience as a senior manager at NASA, a Zen Master and martial arts expert as well as her doctoral study of biophysics and personal experience of life’s challenges and difficulties, including divorce.  She draws heavily on the mind-body connection to provide a pathway for leaders to “lead fearlessly” and in a way that integrates mind, body and spirit.  Her pathway is presented in the form of 10 “flips” which she describes as inverting old ways of thinking through processes of reframing “your sense of self and the world” [imagine “flipping over” an omelette when cooking breakfast!].  Throughout the book, Ginny provides insights, practices, exercises and “takeaways” to help us embed Zen Leadership into our words and actions as a leader. 

From just coping to transforming self and others

The first of the “flips” Ginny introduces is flipping from “coping to transforming”.  For her, coping is reflected in blaming behaviour (blaming others, the system and anything external to oneself), denial or being blind to the reality of a situation and your part in it.  She notes that this unproductive and energy sapping behaviour often has its origins in adverse childhood experiences.  To reinforce this message, Ginny provides an example of a leader who refused to accept performance feedback in coaching sessions but was subsequently able to link his obstructive stance to a childhood trauma. 

Ginny explains that the real breakthrough came with acceptance – acknowledging that the feedback was true, rather than trying to fend it off or rationalise it.  I had a similar experience with a leader that I was coaching who refused to accept the fact that he was defensive, until the fifth coaching session when he acknowledged his counter-productive behaviour flowing from adverse childhood experiences. He unwittingly reinforced the concept of the mind-body connection when he stated that the insight was like a “blow to his stomach”.  As Ginny points out, acceptance replaces anger with joy, “being stuck” with creativity and debilitation with enthusiastic pursuit of solutions to problems and difficulties that previously appeared insurmountable.

Finding the energy to transform self and others

Much of Ginny’s approach is presented within a framework of energy obstruction and release.  For her, leadership is about achieving resonance, both internally and externally. She provides a simple practice to enable energy release and focus when confronted with a problematic or challenging situation.  The practice entails three steps – relax, enter and add value.  The core process is “enter” which draws heavily on Ginny’s deep recognition of the mind-body connection.  Entering entails fully immersing yourself in the situation, including its impact on your thoughts, feelings and bodily sensations. She describes this process as “entering the eye of the storm” and encourages this approach because from there the only path for your energy is “out” – towards transformation of self, others and the situation.  

This transformative approach of “relax, enter and add value” is in line with many mindfulness practices that involve relaxation and grounding, noticing and accepting what is personally experienced and changing the way you think, feel and act in line with the resultant insights.  To strengthen the ability to move beyond just coping to transforming, Ginny provides a further in-depth exercise that enables you to move from problem thinking to opportunity perception and creative resolution.  She also offers an online course titled Lead with Purpose to enable you to realise your best self as a leader and add real value to the world.

Reflection

As Ginny points out, much of the issue of just coping comes from our habituated, unproductive behaviours that flow from our early life experiences.  Entering fully into the problem situation, instead of blocking the realisation of our part in it, creates the possibility for transformation of our self, others and the situation.  As we grow in mindfulness through meditation, mindfulness practices, insight exercises and reflection, we can come to accept our personal blockages to energy release and free up avenues for creative resolution.

Healing the Wounds of Trauma

Corey De Vos of Integral Life and Ryan Oelke discussed the need to address the effects of trauma at sometime in our life.  Their discussion, Inhabit Your Wound, was wide-ranging and covered the impacts of trauma, barriers to addressing the wounds and processes for uncovering the wisdom that lies beneath the pain of trauma.  They suggest that each of us has our own “unique constellation of trauma” but if the wounds are addressed with a gentle curiosity, social support, professional help and self-compassion, they can release new insights and energy to enable us to more fully realise our purpose in life.

Trauma tends to impact many facets of our life, often below the level of consciousness.  It might be reflected in irrational fears, reluctance to appear in public, constant anxiety and depression, inability to develop and/or maintain intimate relationships, eating disorders or addiction, indecisiveness, inability to hold down a job or an overall sense of lack of meaning and purpose.  Many things can trigger a trauma response, including objects, people, news, conversations and observing a violent incident – because trauma impacts at a “cellular level”. Trauma can leave us directionless, powerless, confused and disoriented.

Barriers to healing the wounds of trauma

Corey and Ryan maintain that the shadow of trauma follows us throughout life, but we typically have defence mechanisms to prevent us from dealing with the pain and healing the wounds.  The memory of a trauma is often submerged below our level of consciousness because we sense that recollection is potentially too painful.  We may even have experienced dissociation to keep the memory away from our inner awareness.  We may have developed an internal narrative that is based on denial – “it really didn’t happen” – and this acts as a barrier to exploration and healing from trauma.

Ryan and Corey also observe that sometimes we could be part of a collective trauma experienced as a result of systemic discrimination or jointly experienced life events.  These life events could take the form of war, mass incarceration, natural disasters or a terrorist incident.  They can lead to “culturally inherited dramas” imprinted on our psyche.  Experience with religion during childhood or later in life can leave its own “baggage” and can be “harder to unpack” and deal with because it can become caught up with other traumatic experiences.  Corey and Ryan suggest that sometimes people want to hold onto their trauma because it makes them feel special and may even elicit a desired, sympathetic response from others (neediness in this area my be symptomatic of the trauma itself).

Processes to heal the wounds of trauma

We may have developed the ability to operate productively and confidently with our work environment but become aware of some disfunction in other arenas of our life.  Alternatively, we may have noticed a habituated and unhelpful response to a specific kind of incident such as personal criticism, open conflict or someone challenging our ideas or perspective.  These experiences can be the catalyst to deal with the “residual effect” of trauma and provide the necessary motivation to change our behaviour.

Corey and Ryan suggest, in line with Jon Kabat-Zinn, that a potential starting point is to “reinhabit our body” – to start noticing our bodily sensations and reactions.  This can lead to curiosity about what has triggered these responses and what prior experiences underly the nature and intensity of our response.  Ryan suggests that we need to work with any resistance we may experience in our body, but we should proceed slowly with a tender and caring curiosity.  A key here is our readiness to open the wounds and our resilience in dealing with the result – timing and support are of the essence.  Somatic meditation has proven to be an effective way to deal with the wounds of trauma and it is often undertaken with professionally trained facilitators.

There are a wide range of therapists to assist anyone who wants to deal with trauma and its effects.  Some employ cognitive approaches (such as Dialectic Behaviour Therapy) requiring voicing our thoughts, feelings and assumptions, others use less cognitive approaches such as art or music as tools for therapy.  A more recent development is the use of equine (horse) therapy which may be more appropriate for someone who loves animals and particularly horses.  Organisations such as Beyond Blue provide links to resource centres and professional therapists and others such as the Black Dog Institute offer support groups.  Keith Witt offers two books, Shadow Light and Shadow Light Workbook, that provide insights into our trauma-induced, unconscious responses and offer practices to illuminate the nature and potentiality of our “shadow self”.

The experience of Clare Bowditch in healing the wounds of trauma

Clare Bowditch – singer, songwriter and actor – captured her healing journey in her “no holds barred”, personal memoir, Your Own Kind of Girl.  Clare indicated that she wrote the story of her early life to encourage others to speak to someone and seek assistance if they are suffering from the effects of trauma, especially if they are experiencing anxiety and/or depression.  She describes in detail her own battle with anxiety and depression brought on by adverse childhood experiences and the trauma of seeing her sister die at the age of seven, after two years of hospitalisation with a rare, incurable illness that progressively eroded her muscles and caused paralysis. 

Clare, like Corey and Ryan, stressed the critical importance of relationships (family and friends) for her successful healing journey.  She encourages people to set out on the painful journey because it is “well worth it”, even if it turns out to be tougher than you first thought.  Clare experienced a nervous breakdown – she had fled to London, unprepared economically and emotionally, after she experienced shame and depression following a relationship breakup.  She experienced severe symptoms of her trauma wounds such as an inability to listen to music, write songs, watch TV, listen to the radio, eat well, sleep adequately or go outside.  She was consumed by all kinds of irrational fears and images of death (grieving her sister’s death).   Her response was to return home to her family and spend up to six months healing herself including meditating and learning about the impact of stress and unhealthy foods on the body’s nervous system.

Clare was able to reframe her nervous breakdown as a “nervous breakthrough” because “it was at this time that I got a really deep sense of what made sense to me, which was music” (p. 326).  She had finally found herself.  She rediscovered her need to be creative, to avoid things that did not make sense to her and to sing and write songs that really spoke her truth – her real, raw feelings.  She stated that the journey required the discipline to control her negative self-talk, the insight to realise that despite her life circumstances she had a choice in how she responded and the courage and resilience to persist despite setbacks.

Consistent with Corey and Ryan, Clare maintains that it is important to celebrate the small steps forward because they collectively make up the journey:

… a career is a thing that’s made up of one tiny step, one small act of courage after the other.  It’s only really when you look back later that it all makes sense. (p.313)

Reflection

Trauma affects many people in multiple, idiosyncratic ways.  The problem is that it works away as our shadow self and unconsciously impacts our perceptions, thoughts, emotions, behaviour and responses to triggers.  As we grow in mindfulness through meditation, reflection and self-observation, we are better able to gain insight into how we have been impacted, to develop the courage to address our trauma-induced wounds and move forward (however slowly) to realise our life purpose.

Dealing with the Inner Critic through Self-Compassion

Clare Bowditch – singer, storyteller and actor – recently released a biography titled, Your Own Kind of Girl.   In the book, which she had been attempting to write since she was 21, Clare discusses how she dealt with her inner critic which was all encompassing and destructive.  Clare writes that the book is “about the stories we tell ourselves, and what happens when we believe them”.  She lived in hope that someone would tell her that she was “more than” her grief, her failures and the negative stories about herself that she constantly carried in her head.  Clare explained that the title of the book is drawn from a song she wrote in 2008 and, to this day, she is immensely moved by the lyrics in the second verse, including the words, “You are fine, you’re more than enough”.  The book is about her painful journey to come to this realisation – a journey that is a common story for many people, particularly women.

The debilitating effects of the inner critic

In an earlier blog post, I spoke about the negative self-stories that we perpetuate, partly because our brain has a negative bias but also because of social pressures and the materialistic values that are propagated on an hourly basis through intrusive advertising and image making in videos and films.  Our self-stories can undermine our self-esteem, entrap us in a sense of helplessness and create a negative spiral leading to anxiety and depression.  These stories, often based on irrational fears, can become deeply ingrained and extremely difficult to shift.  They can blind us to creative options, block the realisation of our potential and harm our interpersonal relations.

Self-compassion to overcome the inner critic and negative self-stories

Tara Brach recently released a book titled Radical Compassion: Learning to Love Yourself and the World with the practice of R.A.I.N.  This meditation practice involves four basic steps – recognise, accept, investigate and nurture.  Tara provides a brief example of this process in a 9-minute, guided meditation, Reflection: Healing Self-Blame.   Below are some of the key points in this meditation that is based on the R.A.I.N. approach:

  • The starting point is to recognise some aspect of your life where your inner critic is active.  It does not have to be a major example of self-denigration – it could be some relatively minor self-critique, e.g. focusing on your failure sometimes to really listen to someone or diverting a conversation to establish your credentials.   The important thing is to have a focus for this meditation.  More complete self-awareness can grow out of recognising even a small aspect of the inner critic in our life – this can puncture a hole in the wall of self-protection that blocks our self-realisation. 
  • As we progress in the meditation, we come to a point of self-acceptance. This involves acknowledging what we say and do but also accepting that we have an innate goodness and that we are not defined by our thoughts – that we are “more than” our negative self-evaluation.  In Clare’s words, “You are fine, you’re more than enough”.
  • Our investigation of the impacts of our inner critic extends to recognising bodily sensations as well as feelings that flow from the inroads that negative self-stories make on our sense of self-worth.  We can experience tension in our muscles, pain (e.g. in our arms, neck and back), headaches or a nervous twitch when our inner critic is running rampant in our thoughts.  A body scan and progressive tension release can help here.  The key thing is to experience the impact of our negative self-story in a holistic way – this builds awareness and increases our understanding of the negative impacts of our inner critic.
  • Lastly, we reach the stage of self-nurturing in the meditation process.  This can be expressed physically by placing your hand on your heart or mentally through naming the self-criticism and countering with expression of self-forgiveness, acknowledgement of your positive contributions and achievements and gratitude for all that you have in life – opening yourself to what is good in you and what is wonderful in the world around you.

Reflection

Our inner critic is deeply entrenched and can be very damaging to our self personally, and to our relations, both at work and at home.  As we grow in mindfulness through meditation and especially the R.A.I.N. meditation, we can become more aware of our inner critic (negative self-stories), understand its impacts physically and mentally and develop strategies to counter its inroads into our sense of self-worth.  As both Clare and Tara point out, dealing with the inner critic can create a new sense of freedom and realisation of our true potential.

How to Cope with Uncertainty

Recently, Diana Winston offered a meditation podcast on the topic, Dealing with Uncertainty.  This was at a time of heightened uncertainty generated by the California wildfires that were threatening people’s lives and homes.  Uncertainty arises when we do not know what will happen in the future, we have a sense of being out of control and we fear that the future holds potentially damaging outcomes for us physically, emotionally, financially or socially.  Diana emphasised that uncertainty is an integral aspect of the world we live in today – in our increasingly global environment and resultant interdependence, many things are uncontrollable and beyond our capacity to influence.

Diana reminds us that we cannot deny the uncertainty of our reality, but we can learn to manage its impact on our lives – on our thinking, feelings, behaviour and relationships.  Our anxiety in the face of this ever-encroaching uncertainty is exacerbated by our brain’s negative bias – often fearing the worst to enable us to prepare for fight or flight.  We tend to anticipate negative outcomes from many activities such as a medical diagnosis and we begin to worry in anticipation of this unwelcome outcome.  Diana maintains that meditation can provide a place of refuge when we experience uncertainty and the associated fear and anxiety – a secure retreat away from the waves of uncertainty that besiege us.

Meditation as an anchor in a turbulent sea

Diana offers several steps in her guided mediation for dealing with anxiety (MARC, UCLA).  The meditation practice is designed to engender a sense of solace when uncertainty seems overwhelming:

  • Adopt a comfortable position and allow your body to begin to experience relaxation.
  • Focus attention on your body beginning with your breath as it courses through you.  You can ground this attention by focusing on the expansion and contraction of your chest or abdomen.
  • Feel the sensation of your breath – coolness, energy flow, evenness.
  • Choose an anchor – e.g. your breath, sounds in the room or a bodily sensation such as tingling in your fingers when they are pressed together, or the feel of your feet placed firmly on the floor.  You can then return to your anchor whenever you become unfocused or distracted by thoughts or sensations such as an itch or pain in a part of your body.
  • Notice any wandering off task and name what is happening e.g. lost in my thoughts; feeling anxious.  Once you have named what is happening, return to your anchor.
  • Notice any sensation of discomfort or disturbing thought – give it some space and pay attention to it with kindness.  You can change your posture if this helps or, alternatively, accept what is happening and plan to take action later, e.g. put some dermatitis cream on an itch.
  • Express appreciation for your safety, protection and wellness.
  • Extend your sense of gratitude to people engaged in making others safe and protecting them from harm, e.g. volunteers, the police and firefighters.
  • Focus on the groundedness of your body, take a deep breath and return to awareness of your surroundings.

Reflection

Meditation can help us to grow in mindfulness – awareness of our external reality and internal reactions such as fear and anxiety in the face of uncertainty.  Meditation provides a refuge and a source of solace in the face of life’s uncertainty.  The anchor we develop through meditation can serve us well throughout our daily lives, at work or at home.  Mindfulness can help us scare away the darkness of uncertainty so that we can achieve what the singer, Passenger, suggests:

Feel, feel like you still have a choice
If we all light up, we can scare away the dark.

Tuning Into Sound

Diana Winston provided a meditation podcast on the topic, Listening to Sound, as part of the weekly offering by MARC (Mindful Awareness Research Center, UCLA).  Diana’s main theme was that there are times when sound “intrudes” into our meditation practice and we have a choice in how we respond.  We can become agitated and irritated or we can use the sound as the focus of our meditation.  She suggested that in taking the latter path, we are building our capacity to deal with the sounds and other unpleasant experiences that ‘intrude” in our daily life.

I can relate to this situation as I was recently meditating when workmen began hammering and sawing in the house next to mine.  I found I was really annoyed and resented this intrusion into my quiet time and solitude.  It had taken some discipline that morning to undertake my meditation in the first place.  My reaction at the time was to abandon my meditation – my level of annoyance impeded my capacity to focus.  Often our negative response in these situations is exacerbated by the expectations that we bring to our meditation, such as the expectation of absolute quiet.

Diana makes the point, though, that mindfulness “is not about seclusion” – it is about being with what is in the moment, whatever we are faced with.  The sound intrusion could be traffic noise, house renovations or heavy earth moving equipment.   As Diana observes, there is an alternative response other than our habituated flight or fight response.  We can focus on the sound and make that the object of our meditation.  She offered a hearing meditation in her podcast to build this capacity to deal with intrusive sounds and other “intrusions” in our life – experiences that clash with our expectations.

A hearing meditation – tuning into sound

The hearing meditation begins with the normal practice of becoming grounded and focused.   Diana then takes you through several steps that progressively build your awareness muscle:

  1. Focus your attention on the sounds in the room, the room tone, and include external sounds that may be penetrating your room space.  Here it is important to avoid pursuing what Diana calls “your story” about the sound – your interpretation of the nature of the sound, your emotional labelling of the sound as good or bad or your recollection of similar sounds in your prior experience.  The challenge is to just focus on the sound itself – tuning into it and the sensation of hearing it.
  2. Turn your focus now to some significant sensation in your body – it could be the groundedness of your feet on the floor or the energy and warmth flowing through your fingers or your feet.
  3. Your focus now switches to your breathing – to a part of the body where you can experience the act of breathing such as your abdomen, chest or nostrils.  Notice the “in” and “out” breath and the effect on your body with the rising or falling of your abdomen/chest or the flow of air through your nostrils.
  4. Finally, choose an anchor – the sound, the bodily sensation or the breath – to sustain the meditation over the remainder of your meditation session.  If you find the sound disturbing, take a few deep breaths and let out the sense of irritation – just let it be and return to your focus on your anchor.  Intruding thoughts and feelings are “part and parcel” of meditative practice, even for experienced meditators.

As we grow in mindfulness through mindfulness practices and hearing meditation, we can progressively build our capacity to deal with the intrusions in our daily life that challenge our expectations.  The hearing meditation itself strengthens our awareness muscle and builds our resilience in the face of setbacks.

A Mindful Check-In: Opening to Awareness

A mindful check-in is a way of becoming aware of your internal state at any point in your day.  You can check-in to your breath, your body sensations or your feelings.  You don’t have to adopt a particular posture or location – it is just a matter of tuning in to whatever is happening for you with curiosity and openness and without judgment.  Regular mindful check-ins help to build your awareness and to realise the benefits of mindfulness.

Benefits of mindfulness

Dr. Chris Walsh maintains that mindfulness achieves positive outcomes in three core areas of our lives:

  1. Richer pleasant experiences – so much of our life is lived in anticipation of the future or regret about the past.  We are often lost in our thoughts and become disconnected from the present moment.  The simple act of eating can be a totally unconscious activity, being unaware of our accompanying bodily sensations that potentially bring joy, e.g. a pleasant taste or aroma.  We walk at a fast pace rather than enjoy the experience of walking; we give a sidelong glance at a sunrise, rather than soaking up the brightness and energy of the experience.  We can be self-absorbed in conversations, rather than actively listening and building our relationships.  Mindfulness helps to enrich what is pleasurable in our lives – to notice and pay attention to the experience of joy and happiness in whatever form it takes.
  2. Improved capacity to manage difficult experiences – so often we are just reactive when an unpleasant experience or conflict triggers our habituated thoughts and emotions.  Through mindfulness, we can grow in the self-awareness necessary to observe, understand and manage our reactivity.  Mindfulness, then, gives us the ability to create space between the trigger and our response and to develop more productive and appropriate responses.  The Mindful Nation UK Report produced by the Mindfulness All-Party Parliamentary Group (MAPPG) gives evidence-based examples of these outcomes being achieved through mindfulness training.
  3. Effectively managing transitions – so much of our life is spent in transitioning from one situation to another.  We go from home to work, from one meeting to another, from one encounter to another, from work to home.  On a more macro level, we may transition from unmarried to married, from childless to children as part of the family, from marriage to separation and divorce.  Each of these transitions place new demands on our capacity to cope, on our even-mindedness and our resilience.  Mindfulness helps us to manage the inevitable emotional challenges inherent in change and to bring positive intentions and motivation to each form of transition and to achieve calmness and equanimity despite the personal turbulence engendered by the transition.

The check-in proposed by Chris is a way of bringing mindfulness to each of these core areas of our life and to tap into our inner resources so that we can live our lives more fully, less reactively and more flexibly.

The Mindful Check-in

Chris provides a podcast as well as a descriptive article on the check-in process.  His guided three-minute meditation in the podcast leads you through various stages of awareness – beginning with your breath and its characteristics, followed by noticing any points of bodily tension and observing the pattern of your thoughts (e.g. unfocused, confused, clear or erratic).  This awareness raising and acceptance-of-what-is leads to paying attention to any dominant thought that may be preoccupying you and then letting it go (stop entertaining it).  Finally, you can bring your awareness to your overall emotional state and name your feeling (without judgement). 

Chris, who developed mindfulness.org.au in 2004, provides a wide range of resources and a recently developed course, From Relaxation to Resilience.  This course has three different levels of participation depending on level of experience with mindfulness.  It is possible to obtain a reduced price through a Medicare rebate if a referral from a GP is obtained.  Chris offers blog articles on various aspects of mindfulness and emphasises employing evidence-based approaches.

Reflection

As we grow in mindfulness through reflection, meditation and mindful check-ins, we can realise the benefits of mindfulness in the core areas of our lives – pleasant experiences, difficult situations and personal transitions.  Mindfulness equips us to live life more fully (appreciating its richness), manage challenging situations more effectively and make personal transitions more adaptively.

A Brief Meditation for Anxiety

In an earlier post, I discussed Tara Brach’s explanation of how anxiety-producing self-stories are maintained and the importance of meditation incorporating self-compassion and self-forgiveness to break the cycle of anxiety-producing thoughts.  I have also discussed different approaches to anxiety meditation.   In my last post, I explained Bob Stahl’s 30-minute meditation to reduce fear and anxiety that incorporates a comprehensive body scan and compassionate curiosity towards yourself and others.  This approach could be preceded by reflective writing, an approach Bob recommends for focusing on a single anxiety-producing experience which is explored in terms of its bodily, mental and emotional impact.  An alternative resource is the 30-minute meditation podcast provided by Diana Winston that seeks to deepen the well of ease, leading us to greater self-awareness and consciousness of the depth of our inner resources.

However, you may not have the time required to do these kinds of meditations or reflections.  If you are time-poor, you could practice a brief, three-minute anxiety meditation provided by Zindel Segal, co-developer of MBCT and co-author of Mindfulness-Based Cognitive Therapy [MBCT] for Depression: A New Approach to Preventing Relapse.  This resource book for clinicians provides an in-depth explanation of the benefits and process of the three-minute meditation discussed in this blog post.

The Three-Minute Breathing Space

This meditation exercise is incorporated in the 8-week MBCT program and involves a process of awareness raising by assisting you to shift attention, to check-in on yourself and moved on beyond anxiety-producing thoughts. The Three-Minute Breathing Space meditation incorporates three core steps that are each of one-minute duration:

  • 1. Inner awareness of what is happening for you – exploring what is in your mind.  This involves getting in touch with, but not changing, the thoughts, feelings and bodily sensations that you are experiencing at this moment.  The first step thus involves shifting your attention to inner awareness of “what is”.  This is a passive activity – just watching what is happening for you, as if it is appearing on a “widescreen”.
  • 2. Creating a breathing space – moving away from the focus on your thoughts to a complete, undivided focus on your breath.  This grounding approach involves checking-in on the sensations of your body as you breath in and out.  You could concentrate on the rise and fall of your stomach as you take a breath and release it.  This calming breathing activity enables you to move away from whatever anxiety-provoking thoughts are preoccupying you and creating a “breathing space” to enable you to move on.  The secret is to give your mind a single thing to do – focus on your breath. 
  • 3. Expanding awareness – incorporating inner and outer awareness. The first step at this stage is to widen your awareness to your whole body – the sensation of sitting and its impact on every part of your body, your body on-the-chair.  Next you move your attention beyond your body to what is immediately impacting on it – the air flow on your body, the sounds reaching your ears. Finally, you move your attention to the room encasing your body.  You can then gradually return to full awareness by taking a few deep breaths and opening your eyes (if you have closed them to focus better).

As we grow in mindfulness through various forms of anxiety meditation, whether brief or extended, we can build the capacity to manage our anxiety-provoking thoughts and achieve a level of calm and equanimity that creates a sense of ease amongst the (sometimes turbulent) waves of life.

Inertia: A Sign of Feeling Vulnerable?

Previously, I explored ways to overcome our defence mechanisms designed to protect us from vulnerability. I’ve also explored how being vulnerable can improve our contribution and our relationships. In this post, I want to look at the relationship between inertia and feeling vulnerable.

Experiencing inertia

Inertia according to the Oxford Dictionary is a “tendency to do nothing or to remain unchanged” – a trait often ascribed to bureaucratic organisations but experienced by most of us at some point in our lives. When I was an active academic, I used to be approached by potential higher degree students who would say, “I really want to do a doctoral degree, but I don’t seem to be able to get started.”

My first word of advice to them was not to start a doctoral degree – which involves study, research and concentrated effort over several years – unless they have a research topic that they are passionate about. Without the passion, research students are unable to sustain the effort and focus required to achieve their desired outcome, the award of a doctoral degree. This principle of passion and enthusiasm can apply to any endeavour requiring a sustained effort over a long period.

Behind inertia – feeling vulnerable

When the potential student reassures me that they have a topic that they are passionate about, I then explore with them why they have been unable to take action, to start on the path towards their degree. Invariably, their response identifies vulnerability as the source of their inertia – “I may not be intelligent enough to do the research.”; “No one may be interested in what I want to research!”; “I have not written anything lengthy before.”; “What if I fail the doctoral examination?”; “I don’t know anyone who could supervise me.”; “My writing may not be good enough.”; and similar expressions of feeling vulnerable.

Often the advice to people who are unable to make progress on something that they really want to achieve is to start somewhere, anywhere that will put them on the path to their desired outcome. In the case of a potential doctoral study, this may mean reading around the topic to explore the area, generate heightened interest or identify potential resource people. While this is very good advice, it may not overcome a person’s fear of feeling vulnerable, particularly if it is deep-seated – resulting from prior traumatic experiences or from being “wounded”.

Exploring the vulnerability behind inertia

Often, we need to deal with our deepest fears before we can move forward or take action on something that we really want to do. One way into this is to clearly identify the underlying sources of our sense of being vulnerable. This can be achieved progressively through meditation, but it will require complete honesty with our self. Excuses are often avoidance strategies, not legitimate reasons for not taking action.

You can start a meditation to explore your inertia by becoming grounded, through your posture and breathing in the first instance. You can gradually move to exploring the bodily sensations that arise when you focus on the endeavour you are trying to start on. You can notice these sensations – tightness, tension, nervous movements – and focus on them and try to release them through your breathing.

Once you have been able to settle down your bodily reactions, you can begin to explore the feelings behind the bodily sensations – fear, anxiety, concern, worried, wary, troubled, insecure, guarded, apprehensive or other associated feeling that indicates that you are feeling vulnerable. You need to be able to name your feelings to be able to reduce their impact and to release the hold on your energy. Once you have identified these feelings and faced them, you can move forward.

The next phase of this exploration of the vulnerability behind inertia is to identify the fear-inducing thoughts that you unconsciously entertain and that give rise to these feelings of being vulnerable. The thoughts could be, “I’m not good enough.”; “What if I fail?; “What if I make a fool of myself?”; “What If people see through me?”; “What if I get stuck and do not know what to say?’; “What if I have nothing really worthwhile to contribute?”; and so on. Invariably, you will be dealing with a lot of “what if’s” – betraying your mind’s negative orientation.

You can face these thoughts and deal with them by asking, “Is this outcome likely to happen?”; “What could I do to reduce the likelihood of it happening – how can I plan appropriately?”; “If it does happen, can I deal with it?” We tend to catastrophize – think of the worst possible outcome – which, in turn, blocks our taking action.

Once you have dealt with the sensations, feelings and thoughts associated with your inertia and sense of feeling vulnerable, you can move forward by planning and taking some action to move yourself towards your goal. It may take a number of practices of this meditation before you can move forward – the time and effort required will depend on how deeply embedded is your sense of vulnerability.

As we grow in mindfulness – awareness of our inner and outer reality -through meditation on our inertia and its manifestation (in our bodily sensations, our feelings and thoughts), we can release our blocked energy and gradually move forward to achieve the goals we have set for ourselves.

Meditation: Noticing the Sensations of Your Body

Often, we live so much in our thoughts that we lose touch with our bodies and yet our bodies are the means to ground ourselves in the present moment. John Kabat-Zinn offers a meditation that helps us ground ourselves through our bodies. The meditation is described in Mindful.org and provided as a meditation podcast, titled Bodyscape Practice to Notice Sensations.

The purpose of the meditation is to develop your awareness of the sensations in your body. This includes focusing on the nature of the sensation, e.g. tingling, aching, throbbing, and extends to noticing how the sensation is experienced, e.g. as discomfort, pain or resignation.

You can also expand your bodily awareness to encompass your skin, the largest organ of your body. This may involve noticing the cool or heat of the air flowing over your body and sensed by your skin. It extends to getting in touch with the variation in the sensations of your skin in different parts of your body – heat, chills, or dryness. Jon Kabat-Zinn reminds us of the marvellous organ that the skin is and how it mediates our experience of the physical world and how we breathe through our skin.

The core advantage of noticing your bodily sensations is grounding yourself in the “now” -in your present reality as experienced through your body. The following meditation helps to achieve this groundedness.

Noticing the sensations of your body

Jon Kabat-Zinn provides a number of steps in his bodyscape meditation and these can be summarised as follows:

  1. The meditation begins with physical grounding through a focus on posture while sitting or lying. Holding your fingertips together while adopting a comfortable position for your hands and other parts of your body, can add to your awareness of bodily sensations – it is often easy to experience tingling in your fingertips as bodily energy flows in the course of a meditation. Touching your fingertips together can also serve as an anchor to enable you to experience energy flow in your body at any time and to become grounded very quickly.
  2. Focus on your breath – get in touch with the ebb and flow of your breathing by noticing your in-breath and out-breath while observing the gap between them. When you get in touch with the gap, you can rest in the peacefulness and equanimity that can be experienced in this space.
  3. Move your focus to where your body contacts the floor, the chair or a table/desk. Notice the nature of the contact and the different levels of pressure experienced at various contact points.
  4. Now shift your focus to a body scan – seeking out any bodily sensation that is a particular source of discomfort or pain. Let your awareness, aided by your grounded breathing, focus on any particular point where the sensations are strong. Sit with awareness of this part of your body, noticing the nature and intensity of the sensation and how you are reacting to it.
  5. You can progressively deepen your awareness to your very joints, muscles or bones – opening up to whatever the sensation is at the moment. John Kabat-Zinn, in his meditation podcast, takes this bodyscape meditation to a deep level and helps you to enter more fully into the depths of the “bodyscape”, just as he does in creating awareness of the depths of “touchscape“.

As we grow in mindfulness through bodyscape meditations, our awareness of our bodies expands, we become more easily grounded in the present and more able to accept what is.
