Stillness of Mind and Body through Mantra Meditations

Lulu & Mischka recorded the final day of their 6-day online journey into mantra meditation that brought together hundreds of people around the world at this time of anxiety and uncertainty brought on by the Coronavirus. Their chanting and accompanying music on the guitar and harmonium provided a haven in these turbulent times.  Their harmonies are enriched by Lulu’s operatically trained voice that transports you into another reality – beyond fear and anxiety. 

In today’s recorded session, Lulu & Mischka focused on the mantra, Jaya Ganesha, which they translate to mean:

Ease and flow wherever we go, open to the mystery each day. Calling for protection on our journey, guidance and blessings on our way.  Bless away the obstacles, open to the miracles.

Inherent in the mantra is acceptance of what is and letting go of the resistance that aggravates the suffering of the present moment.  Their mantra meditations can bring “openness of the heart, quietness of the mind and comfort of the body” in times of enforced lockdowns, social distancing and social isolation.  They have designed an online mantra meditation course to enable their global audience to continue their journey into inner peace.

Incorporating yoga breathing

At the beginning of their mantra meditation sessions, Lulu & Mischka incorporate yoga breathing and often finish with this practice. Lulu describes this process as deep breathing, as if drawing breath through a straw – the inbreath moving from the lower abdomen, expanding the lungs and filling the chest.   The outbreath reverses this process and enables release of tension, stress and resentment.

The deep breathing enhances the calming influence of the chanting and movement that forms part of their daily ritual that they share with others through their recorded music such as the Enchanted CD which is available as a download.  Lulu and Mischka are strong supporters of the charity, A Sound Life, that helps people in need to improve their wellbeing through yoga, meditation and music.

Reflection

There is something about Lulu & Mischka and their approach to mantra meditation that is engaging and effortless and appeals to people around the world.  Their international festival appearances attest to this appeal. The combination of chanting accompanied by deep breathing and musical instruments (the harmonium and guitar) act as a form of music therapy that is capable of transporting us beyond the pain and preoccupations of the present to a place of calm and equanimity.  As we grow in mindfulness through mantra meditation, we can find an inner peace, a strengthened resolve and a willingness to extend compassionate action to others.

How to Maintain Mental and Emotional Balance When Physically Isolated

Previously I have spoken about mindfulness practices as a way to handle the mental and emotional challenges inherent in the current Coronavirus and the imposition of social isolation and social distancing.   What I have covered there is a list of discrete practices that can help us to manage the overwhelm associated with these times of uncertainty and anxiety.  Arjuna Ardagh, author of Radical Brilliance: How and Why People Have Original Life Changing Ideas, offers a more holistic approach that recognises the mind-body connection.  His tips on maintaining emotional and mental wellness are mutually reinforcing and place the body as central to emotional and mental stability in our current environment.

A holistic approach to mental and emotional wellbeing

Arjuna highlighted some of the unproductive and potentially aggravating practices that people are engaging in to release tension and stress at this time, e.g. spending many hours on social media and indulging in the blame game and conspiracy thinking or turning to alcohol or drugs to numb the mind and distract from the fear and anxiety that people are feeling.  He suggests that this current pandemic challenge provides us with an unprecedented opportunity to develop self-intimacy and learn to change our mental and emotional state through holistic practices.

In his short tips video (17 minutes), Arjuna proposes four integrated approaches or types of practices that are designed to strengthen the mind-body connection while releasing negative energy and building positivity:

  1. Removing physical blockages – this entails elements such as stretching and moving emotion though your body.  Arjuna suggests that you identify and practice a physical expression of the emotion that you are feeling, e.g. fear may be experienced bodily as a curled-up posture and then released through stretching to one’s full height.  Frustration, on the other hand, might be expressed by an angry, explosive gesture and a prolonged cry of anguish such as “Aargh”.  This bodily approach releases inhibiting emotions locked away in your body and opens the way for developing a “positive disposition”.
  2. Relax into awareness – this can take many forms such as somatic meditation, the use of singing bowls as described in a MARC podcast, exploring natural awareness (opening to the infinite reality that is accessible through our senses),  or deep listening to classical music, singing of mantra meditations or “sacred acoustics”.  Arjuna maintains that all that is really required here is to be “naturally curious” about the sensations that you are experiencing in the present moment (including awareness of the fact that YOU are doing the experiencing).
  3. Enter the flow – this approach involves engaging the flow of energy through your body.  There are a range of Eastern practices that can help you achieve this but one of the best and well-researched practices is Tai Chi.  Arjuna asserts that if you can engage in the process of flow (even through dancing to music), you not only release energy throughout your body but also emotion – you can experience the joy and ease of wellbeing.
  4. Use thought creatively – Arjuna suggests that after you have removed blockages, experienced deep awareness and engaged your energy flow, you are well placed to engage your uncluttered mind.  So, instead of marinating in negative thoughts that generate complex and harmful emotions, you can begin to write creatively in a journal or blog or create a video podcast that reflects your positive, energetic flow.

Arjuna maintains that if you practice each of these approaches each day, however briefly and in whatever form you choose, you can release the hold of your complex emotions and develop emotional and mental wellness.

Reflection

Arjuna’s approach involves a progressive release of creative energy, moving from clearing blockages to engaging the senses in awareness and tapping into the energy flow of the body.  The outcome is creative expression and resolution of perceived, impenetrable challenges.  His approach is deeply embedded in the mind-body connection and employs integrated approaches that open up a wealth of possibilities.  As we grow in mindfulness through adopting these holistic practices, we can more readily access our creativity, build resilience, manage our confounding thoughts and emotions and experience the peace and ease of wellness.

Grounding Yourself in Your Body in Times of Uncertainty

On the 5th March this year, Jill Satterfield conducted a meditation podcast as part of the series of weekly podcasts offered by The Mindful Awareness Research Center (MARC), UCLA.  Her presentation was titled, Facilitating Ease: Breath as a Restorative Practice in These Times.  Jill’s presentation reflected her lifetime pursuit of mindfulness and somatic awareness.  She has meditated for most of her life (having been taught to meditate by her mother at the age of four).  She has participated in 150 silent retreats and is very well place to conduct personal coaching and training in “embodied mind” – how to be present and aware in our own bodies.

Jill has struggled with chronic pain for most of her life, undergoing multiple surgeries (including heart surgery).  Her somatic meditation has helped her overcome her physical pain but, as she herself maintains, the longest journey for her is overcoming emotional and mental pain.  Jill offers a form of “somatic practice” which integrates Indian yoga tradition with Buddhist meditation teaching.  She sees her meditation teaching as offering “ways to know the body intimately as a reflection of the mind” and “to know and work with what is discovered both somatically and cognitively”.

Becoming grounded in your body in these uncertain times

In her podcast, Jill offers a somatic meditation that enables you to become grounded in your body in times of uncertainty – at a time when we are all physically, mentally, emotionally and medically challenged with the advent of the Coronavirus.  Jill views mindfulness as “kindfulness”, a term developed by Ajahn Brahm.  In her view, meditation needs to be internally kind and supportive of yourself, others and the community at large.  She provides a guided meditation, a gentle “somatic practice”, that employs the following steps:

  • Begin by settling into your seat, comfortably – not strained or rigid.  This first instruction reinforces Jill’s emphasis on bodily sensations.
  • Close your eyes or look down – either way she suggests that you loosen your vision so that you soften both the back of your eyes and the corners.
  • Now progressively notice the weight of your bones in various parts of your body – the lightness of your toes in your shoes, the thickness of your bones in your legs and the heaviness of your hip bones.  Notice the support your bones provide as you sit in the chair.
  • Next sense your clothing on your skin – Jill suggests that you feel the difference in temperature between your skin covered by clothing and your uncovered skin exposed to the air.
  • Be with the gentleness of your breath at the entrance to your nostrils. Experience the softness and delicateness of the air flow through your nose.
  • Extend your inhalation by taking a deeper breath if is comfortable for you and notice the gentleness in the longer inhale.
  • Now extend the exhale gently – noticing the coolness of your breath and experience warmth throughout your body – in your chest, stomach and throat.  A useful way to feel the sensation of warmth embracing your body is to join your fingers together and feel the tingling that occurs there.
  • Notice the pause at the top of your exhale motion – to focus on this pause wait a second or two before exhalation to experience the stillness.
  • Notice the pause before the inhale – extend this for a second or two to experience the quietness and ease of the inward breath.
  • As you complete these four-part “breath rounds” (pause-exhale-pause-inhale) over a couple of minutes, draw on the support and imagery of nature – the gentle breeze through the leaves of the trees; the slow, breaking waves; or the silence and calmness of the mountains.
  • Feel the power of loving kindness and forgiveness flowing from your tranquillity and restfulness.

When distractions arise in this meditation, return to sensing the weight of your body on the chair – restore your groundedness.  As you slowly come to awareness at the end of the meditation, feel yourself coming to your senses more fully – take in the sights, sounds, smells, touch and taste that surround you as you feel more enlivened and relaxed.

Reflection

There is a certainty in our experience of our bodies in-the-moment and a tranquillity that arises from “resting in sensation”.  It is through our bodies that we can become truly grounded in the present.  As we grow in mindfulness, through somatic meditation and other somatic practices such as yoga, we can calm our “inner landscape”, still our mind and become increasingly open to our senses, our courage and creativity.  We can employ Jill’s somatic practice anywhere at any time to restore our sense of groundedness and experience ease and tranquillity.  Jon Kabat-Zinn reminds us that through mindfulness we can move from doing to being present to the power of now.

Developing Kindness through Meditation

Neuroscientists tell us that we become what we focus on because the act of focusing and paying attention creates new or deepened neural pathways in our brain.  So if we are constantly obsessed with criticism – finding fault – then this stance begins to pervade our whole life, and nothing will ever satisfy us.  So too if we develop kindness through meditation, our thoughts and actions become kinder towards ourselves and others.

Diana Winston, Director of Mindfulness Education at the Mindful Awareness Research Center (MARC) at UCLA, offers a specific guided meditation designed to develop kindness.  This meditation podcast is one of the weekly podcasts offered by Diana or one of her colleagues on a weekly basis through MARC – drawing on personal experience, dedicated research and the wisdom of the global mindfulness community.  The kindness meditation as with most MARC meditations begins with being grounded and then moves to offering kindness to ourselves followed by kindness to others.

Becoming grounded in meditation

There are multiple ways to become grounded – becoming focused, still and fully present.  Often, we can start with deep breathing to enable our body and mind to relax and increase awareness of our bodily sensations.  This enables our focus to move inwards and away from the distractions and intensity of the day – away from the anxiety, negative thoughts and worries associated with meeting deadlines, doing presentations, dealing with conflict or challenging interactions with colleagues or salespeople in stores and supermarkets.

Once we gain some sense of balance and ease with deep breathing, we can move on to undertake a body scan.  This entails progressively noticing the various parts of our body and related bodily sensations, releasing any tension and tightness as we progress.  We can observe the firmness of our feet on the floor, straightness of our back, weight of our thighs on the seat, the pressure on our back from the chair and the tingling and warmth from energy flow in our fingers.  Observation will lead to awareness of tension which we can release as we go – tautness in our shoulders and arms, rigidity in our stomach, stiffness in our neck or tightness in our jaw, forehead or around the eyes.  It is important to focus on tension release and not seek to work out why we are so uptight or tense or, even more importantly, to avoid “beating up” on ourselves or being unkind towards our self because of the “failing” or deficiency” represented by our tension.

Finding our anchor in meditation

The next stage of the meditation is to find an anchor that we can continuously return to in the event of distractions or loss of focus – an anchor to stop us from being carried away by the tide of our thoughts or emotions.  An anchor is a personal choice – what works for one person, may not work for another.  Typically people choose their breath, sounds in the room or some physical contact point.

You can focus in on your breath – bringing your attention to where you most readily experience breathing – in your chest, through your nose or in your abdomen. For instance, you can increase your awareness of the rise and fall of your abdomen with each breath and choose to rest in the space between your in-breath and out-breath.

Another possible anchor is listening to the sounds in your room – listening without interpreting, not trying to identify the nature or source of a sound and avoiding assigning a feeling, positive or negative, to the sound.  You can develop a personal preference for using your “room tone” as your anchor.

Choosing a physical contact point in your body is a useful anchor because it enables you to ground yourself wherever you happen to be – whether at work or home or travelling.  It can help you to turn to awareness rather than your phone whenever you have waiting time.  An example is to focus on the firmness of your feet on the ground, the floor of your room or the floor of your car (when it is not moving!).  My personal preference is to anchor myself by joining my fingers together and feeling the sensations of warmth, energy and strength that course through the points of contact of the fingers.

Whatever you choose as an anchor, the purpose is to be enable you to return your attention to the focus of your meditation and, in the process, build your awareness muscle.  As Diana reminds us, “minds do wander” – we can become “lost in thought”, distracted by what’s happening around us,  planning our day, worrying about an important meeting, thinking of the next meal, analysing a political situation or indulging in any one of numerous ways that we “live in our minds”.

Throughout the process of grounding, it is important to be kind to our self – not berating our self for inattention or loss of focus, not assigning negative labels to our self, such as “weak”, “distractible”, or any other derogatory term.

Kindness meditation

The kindness meditation begins with focusing on someone who is dear to us – our life partner, a family member, a work colleague or a close friend.  Once you have brought the person into focus, the aim is to extend kind intentions to them – you might wish them peace and tranquillity, protection and safety, good health and strength, happiness and equanimity, the ease of wellness or a combination of these desirable states.

You can now envisage yourself receiving similar or different expressions of kind intentions from the same person.  This can be difficult to do – so we need to be patient with this step and allow our self to be unsuccessful at the start (without self-criticism or unkindness towards our self).  We can try to become absorbed in, and fully present to, the positive feeling of being appreciated and loved. Drawing on our memories of past expressions of kindness by the focal person towards us, can help us overcome the barriers to self-kindness.

You can extend your meditation by focusing your loving kindness meditation on others, particularly those people you have difficulty with or are constantly in conflict with.  We can also extend our kindness meditation by forgiving our self and others for hurt that has been caused.

Reflection

Kindness meditation helps us to grow in mindfulness – to become more aware of others, the ways we tend to diminish our self, our bodily sensations and our thoughts and feelings.  It assists us to develop self-regulation – learning to maintain focus and attention, controlling our anger and criticism (of our self and others) and being open to opportunities and possibilities.   Through the focus on kindness, we can become kinder to our self and others (even those we have difficulty with).

How to Let Joy into Your Life

Diana Winston recently provided a meditation podcast on Opening to Joy.  She reinforced that mindfulness is about openness to the present moment in a curious and non-judgmental way.  Diana thought that this particular meditation is relevant in December when we are constantly being exhorted to be “joyful” – when many of us are experiencing emotions other than joy owing to anxiety, depression, or serious setbacks (physical, emotional or financial) at this time of the year.  It is also a time when we can experience extreme levels of exhaustion if we have been working intensely throughout the year or spending lengthy and stressful  days as a carer.  Diana offered this guided meditation as Director of Mindfulness Education at UCLA as part of the weekly meditation podcasts presented by MARC.

We can find that at this time of the year our negative feelings can be magnified as the pressure of family celebrations mounts, distressing memories of recent (or even long-past) adverse events well up or existing painful emotions such as loneliness become intensified because we are feeling left out or overlooked or misunderstood or marginalised.  Some people have very recently lost family members as a result of bush fires, car accidents, or other misadventures – while others experience recollections of these devastating events occurring at this time of the year in the past.  It takes a lot of time, focus and energy to heal the wounds of past trauma.

Diana encourages us to be kind to ourselves through self-compassion as well as to show compassion for others.  She encourages us to explore mindful approaches to equanimity to allow peace and joy to re-enter our life if we are experiencing negative emotions or distress.  To this end, she is offering an online course Cultivating Forgiveness as part of the many courses presented by MARC.

Encouraging joy in your life through mindfulness

When we practice mindfulness, we are opening ourselves to joy and contentment – to experiencing what is, in an accepting and kind way.  It does not have to be a laugh-out-loud happiness but can be something small and subtle.  Joy can range from something that is profoundly felt to a simple sense of being content with life at the present moment. It can be the sensation of mindfully taking a walk by the sea, drinking a cappuccino, being fully present and mindfully listening to someone – joy can happen just by being fully here and showing up in our lives.  The act of gratitude for the positive things in our life – savouring our child’s development, our achievements, our friendships – can release us from unease or resentment and let joy into our life.

A guided meditation on cultivating joy

Diana provided a specific guided meditation on how to cultivate joy in your life during the podcast.  The basic steps are as follows:

  • Begin by experiencing being grounded through your feet on the floor, your thighs resting on the chair, your back upright but not strained – developing a sense of stability and being supported.
  • Progressively scan your body and loosen any muscle that may be tight or tense including your feet, legs, arms, wrist, neck, shoulders, shoulder blades, lower back and your face and forehead – your whole body, opening to a sense of well-being and ease.  You can take deep breaths as you progress with your scan and use the outbreath as a way to release tension and let in ease.
  • Now focus on something that will serve as an anchor in the event of distraction – the sensation of your breathing in some part of your body or the sounds in the room (without interrogation of their nature, source, volume or pleasantness).  You can also use the dual process of focusing on the sensation of your fingers being joined while at the same time experiencing your breathing in some part of your body where your attention can focus.  When you experience distractions such as planning, thinking, evaluating or worrying, redirect your mind to the present and your anchor to stay with the sense of ease, rather than the experience of unease.  This process of redirecting attention builds your awareness muscle and increases the prospect of experiencing joy in your life.
  • While you are being anchored through your breathing or sound, be conscious of the peace or contentment you are experiencing.  Pay attention to the joy that arises from being mindful – being fully in the present moment with openness and curiosity and wonderment. 
  • Now focus in on a specific, recent experience of joy – e.g. being with a loved one, sharing an experience with a friend, enjoying company over lunch or dinner, walking in a rainforest, or enjoying the sense of competence when playing tennis or any other sport.  Try to recapture the moment, the sensations, feelings, thoughts and the resultant joy – stay with these feelings and positive thoughts.  You can express gratitude for being able to have such an experience and to have the capacity to recapture it.

The art of cultivating joy flows from our conscious efforts to develop mindfulness and live our lives as fully as we can in the present moment.

Reflection

We can cultivate joy in our lives through mindfulness practices, meditation, reflection and expressing gratitude.  A meditation specifically designed to cultivate joy can assist us to grow in mindfulness and, as a result, more frequently capture and savour the experience of joy in our everyday lives.  We can cultivate joy by being mindful in our words and actions.

Music and Meditation: The Key Role of Practice

Richard Wolf maintains that practice is a key element in meditation and playing a musical instrument.  Richard explores practice along with other parallels between meditation and playing music in his book, In Tune: Music as the Bridge to Mindfulness. Previously, I explored his ideas on achieving harmony through music and meditation.

It is through practice that we can master playing an instrument or achieving a high standard in sport.  The same is true of meditation – our capacity to meditate and achieve its benefits is dependent on how well we practice.  The greater the regularity and length of our meditation practice, the greater are the benefits that accrue to us.

Practice and repetition

Practice requires repetition and may be experienced as boring, e.g. playing scales on a musical instrument.  However, as Richard notes, after a period of practicing, if we persist, we can be keen to “practice for practice sake”.  With sustained practice, comes the realisation that the practice itself achieves the desired benefits of competence, concentration, harmony and spontaneity.  This is as true of meditation as it is of practising a musical instrument.  It is similar with sporting practice. I recall practicing tennis drills with my brothers when we were playing A Grade tennis fixtures.  Repetition was a key part – hitting the ball up the line over and over or practising volleys again and again.  However, as we grew in competence, we would marvel at the shots we played, laugh at the fun we were having and experience a real sense of happiness.  We would look forward to our practice sessions.

As our meditation practice improves and starts to flow into our daily life, we begin to experience a greater variety of benefits which, in turn, feed our motivation to practice.  Richard suggests that this occurs because when you meditate, “your mental, emotional and physical awareness are the instrument you practice on”.  The essence of effective practice is to maintain focus in the present moment on what we are doing, whether playing a musical instrument or meditating on nature.

Breathing in time – treating your breath as a musical instrument

Richard highlights the role of beats in music and the need for a musician to master different times in music such as 4/4 time and 3/4 time (as in a waltz).  He suggests that “counting beats internally” is an essential component of mastering a musical instrument.  He proposes that as a form of meditation practice, you can adopt the parallel technique of “rhythmic breathing”, e.g. what he calls a “four-bar sequence”.   This involves holding your breath for four beats (counting to four) for each of the four “bars” involved in breathing – inhalation, holding, exhalation, holding. 

In his book, he offers other variations on this breathing sequence that you can adopt but stresses that the important thing is to go with whatever helps you to experience calm and equanimity.   It is vital not to beat up on yourself if you lose count in the middle of your practice – just start over again.  The outcome is achieving a mind-body rhythm that is beneficial to your sense of ease and wellness.

Reflection

Meditation practice becomes enjoyable as we grow in mindfulness.  This increasing inner and outer awareness flows into our daily life and brings a variety of benefits such as focus, productivity, creativity, calmness and richer relationships.  The benefits can grow exponentially if we sustain our meditation practice.  Rhythmic breathing can enhance our mind-body connection.

Achieving Inner harmony through Music and Mindfulness

In his book, “In Tune: Music as the Bridge to Mindfulness”, Richard Wolf likens practising a musical instrument to meditation practice – each builds our capacity for inner harmony.  He maintains that playing music draws our attention to vibration, sound, feelings and silence.  Meditation, too, can take the form of a focus on sounds, tuning into feelings, making space for silence and noticing vibrations within and without.

Inner harmony

Richard argues that when a musician is in the zone, they experience a perfect harmony between their mind, body and feelings – everything is in unison with the beat and rhythm of the music.  The musician loses this sense of harmony if they overthink the music – they need to maintain their focus to remain “in the flow”.   So, too, with meditation, when you can sustain your meditation practice, you can achieve an inner harmony whereby “your whole body is experienced as an organ of awareness”.

Music, too, sometimes involves alternating dissonance with harmony.  Dissonance in music can also lead to what is termed “harmonic resolution”.  Dissonance is an integral part of life – experienced within meditation as “unpleasant thoughts or emotions”.  This dissonance can be acknowledged, named and integrated into your acceptance of “what is” – surfing the waves of life.  Meditation enables us to experience ease amid the turbulence.

A harmonising practice – breathing in tune with room tone

Richard Wolf, an Emmy-Award winning composer and producer, states that every room has its own “room tone” – acknowledged by sound engineers who attempt to integrate room tone into a soundtrack for the purpose of achieving a sense of authenticity when someone hears the music.  He suggests that you can harmonise with room tone by first focusing on the sounds within a room – sounds emitted by computers, air conditioning, digital devices or the vibration resulting from wind on the walls.  Then when you are paying attention to the room tone, you can harmonise your breathing with it.

Reflection

The analogy of music as a bridge to mindfulness can open our awareness to the sounds, vibrations and silence that surround us.  As we grow in mindfulness through meditation, we can learn to harmonise our breathing with sounds beyond our bodies, e.g. the room tone. We can achieve inner harmony through sustained musical practice and/or meditation practice. Harmonising our breathing with room tone can deepen our awareness and provide an anchor to experience calm and ease when we are buffeted by demands, challenges, dilemmas and urgent tasks.  Tuning in to ourselves through meditation enables us to become more aware of “the ambient clutter of daily life”.

Meditation: A Refuge in Difficult Times

Following the mass shootings in the US, Diana Winston provided a meditation podcast on the topic, Finding Refuge in Difficult Times.   Diana suggests that we could turn to meditation in these difficult times when we are confronted with senseless violence, international conflict over trade and territories and increased levels of uncertainty and vulnerability.  Mindfulness meditation can help us to develop many positive aspects in our lives including gratitude, compassion, calmness and clarity.  Diana maintains that in difficult times meditation practice can serve as a refuge for us – a place of quiet, equanimity and loving kindness.  Meditation in this context is not escapism but genuine facing of reality to restore our equilibrium and develop resourcefulness to meet the challenges that confront us daily.

Meditation as a refuge

Diana provides a meditation that is designed to achieve a sense of equanimity in difficult times. It addresses today’s challenges and their impact on our thoughts and emotions and, at the same time, provides a means to become grounded, resourceful and open-hearted.  There are four main elements to the meditation provided by Diana through MARC (Mindful Awareness Research Center) at UCLA:

  • Becoming Grounded – this is particularly important given that we can become unhinged, buffeted and disturbed by difficult times experienced in the world at large.  Tlhe concept of grounding evokes the image of solid earth underfoot and certainty and support when moving forward.  The meditation thus begins with ensuring we have our feet firmly planted on the floor so that we can feel the support of the earth by picturing the solid earth below us.  Out attention then moves to the firmness and uprightness of our back against the chair.  This feeling of solidity reinforces our sense of groundedness.  This, in turn, can be strengthened by focusing attention on the solid contact of our body with the seat of the chair. 
  • Breathing – breath is our life force and we take around 20,000 breaths a day.  It is a good thing that we do this unconsciously, without having to think or be focused.  However, focusing on our breath, paying attention to the act of breathing, is an important way of becoming grounded in life.  This stage of the meditation involves focusing on our in-breath and out-breath and the space in between.  It does not involve controlling our breath but just paying attention to what is happening naturally for us, despite the absence of conscious effort.   You can feel energy tingling in your fingers if you join them together while paying attention to your breath and this can serve as an anchor throughout the day whenever you feel the need to re-establish a sense of equilibrium and equanimity.  Accessing your boundless, inner energy resources in this way can build your ongoing resourcefulness and resilience.
  • Acceptanceaccepting what is and what we are experiencing.  This means owning our thoughts and feelings and acknowledging that reactions such as anxiety, concern, fear, uncertainty or doubt are normal, given the difficult world we live in.  It does not involve passivity, however, but noticing our reactions, not denying them nor indulging them.  It means handling our natural responses non-judgmentally and seeking to accept what is happening for us.  Diana suggests that we can even express this as a conscious desire such as, “May I accept what is”.
  • Offering compassion – this involves being empathetic towards people who are suffering – for example, as a result of a major adverse event.  Compassionate action in this situation can involve loving kindness meditation embracing all who are affected by a significant adverse event – extending to family, friends, colleagues, emergency responders and the community at large.  We can express the desire that all who are directly affected are protected from inner and outer harm; develop good health; find contentment and happiness; and experience the ease of wellness.

As we grow in mindfulness through meditation and grounding ourselves, we can learn to accept what is, access our inner resources and build our resourcefulness and resilience to face the difficult challenges of daily living in a complex and conflicted world.

A Guided Meditation on Self-Compassion

Diana Winston provides a guided meditation on self-compassion as part of the weekly offerings of meditation podcasts from the Mindful Awareness Research Center (MARC), UCLA.   These weekly podcasts are also available via the UCLA Mindful App.  

Diana explains that the tendency to be self-critical – to disown parts of ourselves that we don’t like – is universal, not the province of a single age group, gender or ethnic group.  We can hear our own voice telling us that we are “stupid” “undeserving”, “inconsiderate” or some other self-demeaning term.  These inner voices focus on our flaws and not our essential goodness or kindness.

In line with the research and philosophy of Kristin Neff, Diana encourages us through self-compassion meditation to accept ourselves as we are with all our warts and flaws and to recognise that in common with the rest of humanity we make mistakes, make poor decisions and say or do things that we later regret.

A guided self-compassion meditation

In her introduction to a guided meditation on self-compassion, Diana leads us through a basic process for becoming grounded – adopting a comfortable position, taking a couple of deep breaths and engaging in a body scan to release points of tension to enable us to become focused on the task at hand. Diana then takes us through three basic steps of a self-compassion meditation:

  • 1. Mindful awareness of our negative “voices” – getting in touch with the self-criticism in our heads and being able to accept ourselves as we are, with all our faults, failings and mistakes.  This does not mean engaging with the voices but noticing what they are saying and accepting that we are not perfect.
  • 2. Recognising that flaws are an integral part of our shared humanity – acknowledging that this is part of the human condition.  No one is perfect and everyone makes mistakes – we have this in common with the rest of humanity.  We can then offer self-forgiveness and kindness to ourselves.
  • 3. Extending kindness to others – when we recognise that we share a flawed existence with the rest of humanity, we are better able to offer kindness towards others.  We can start by expressing gratitude to the people we admire and acknowledging how they enrich our lives. We can then extend this kindness to wishing them and others safety, health, happiness and the ease of wellness.

As we grow in mindfulness through awareness of our negative voices and our inherent flaws, we can learn to accept ourselves as we are, acknowledge our shared humanity and extend self-compassion to ourselves and kindness to others.

A Brief Meditation for Anxiety

In an earlier post, I discussed Tara Brach’s explanation of how anxiety-producing self-stories are maintained and the importance of meditation incorporating self-compassion and self-forgiveness to break the cycle of anxiety-producing thoughts.  I have also discussed different approaches to anxiety meditation.   In my last post, I explained Bob Stahl’s 30-minute meditation to reduce fear and anxiety that incorporates a comprehensive body scan and compassionate curiosity towards yourself and others.  This approach could be preceded by reflective writing, an approach Bob recommends for focusing on a single anxiety-producing experience which is explored in terms of its bodily, mental and emotional impact.  An alternative resource is the 30-minute meditation podcast provided by Diana Winston that seeks to deepen the well of ease, leading us to greater self-awareness and consciousness of the depth of our inner resources.

However, you may not have the time required to do these kinds of meditations or reflections.  If you are time-poor, you could practice a brief, three-minute anxiety meditation provided by Zindel Segal, co-developer of MBCT and co-author of Mindfulness-Based Cognitive Therapy [MBCT] for Depression: A New Approach to Preventing Relapse.  This resource book for clinicians provides an in-depth explanation of the benefits and process of the three-minute meditation discussed in this blog post.

The Three-Minute Breathing Space

This meditation exercise is incorporated in the 8-week MBCT program and involves a process of awareness raising by assisting you to shift attention, to check-in on yourself and moved on beyond anxiety-producing thoughts. The Three-Minute Breathing Space meditation incorporates three core steps that are each of one-minute duration:

  • 1. Inner awareness of what is happening for you – exploring what is in your mind.  This involves getting in touch with, but not changing, the thoughts, feelings and bodily sensations that you are experiencing at this moment.  The first step thus involves shifting your attention to inner awareness of “what is”.  This is a passive activity – just watching what is happening for you, as if it is appearing on a “widescreen”.
  • 2. Creating a breathing space – moving away from the focus on your thoughts to a complete, undivided focus on your breath.  This grounding approach involves checking-in on the sensations of your body as you breath in and out.  You could concentrate on the rise and fall of your stomach as you take a breath and release it.  This calming breathing activity enables you to move away from whatever anxiety-provoking thoughts are preoccupying you and creating a “breathing space” to enable you to move on.  The secret is to give your mind a single thing to do – focus on your breath. 
  • 3. Expanding awareness – incorporating inner and outer awareness. The first step at this stage is to widen your awareness to your whole body – the sensation of sitting and its impact on every part of your body, your body on-the-chair.  Next you move your attention beyond your body to what is immediately impacting on it – the air flow on your body, the sounds reaching your ears. Finally, you move your attention to the room encasing your body.  You can then gradually return to full awareness by taking a few deep breaths and opening your eyes (if you have closed them to focus better).

As we grow in mindfulness through various forms of anxiety meditation, whether brief or extended, we can build the capacity to manage our anxiety-provoking thoughts and achieve a level of calm and equanimity that creates a sense of ease amongst the (sometimes turbulent) waves of life.
